Standing Barbell Curl

Eccentric training does build muscle, but the popular claim that most bicep growth happens on the way down is stronger than the evidence behind it.

How to perform it

Hold the barbell with an underhand grip and curl it from your thighs to your shoulders.

  1. Take a barbell or EZ bar with an underhand grip at roughly shoulder width, thumbs wrapped.
  2. Stand with your feet hip to shoulder width, knees soft, and the bar resting against your thighs with your arms straight.
  3. Pull your shoulder blades down and back slightly, and let your upper arms hang vertically at your sides.
  4. Brace your abs and squeeze your glutes so your torso is fixed. If your hips start moving, the set has become a different exercise.
  5. Curl by flexing the elbows only, keeping the upper arms still and vertical. The bar travels in an arc, not straight up.
  6. Keep the wrists neutral rather than curled back, so the bar sits over the forearm bones.
  7. Continue until your forearms are roughly at the point where the biceps stop contributing, usually a little short of the bar touching your chest.
  8. Squeeze at the top for a moment without letting the elbows drift forward to meet the bar.
  9. Lower over two to three seconds, resisting the whole way down.
  10. Finish with your arms fully straight before starting the next rep. Do not stop short at the bottom, because that is where the biceps are loaded at length.

Common mistakes

Swinging the bar up

The hips drive forward, the torso leans back, and the bar arrives at the top without the biceps doing much of the journey. It also loads your lower back at the bottom of every rep. If you cannot curl it strictly, it is not your curl weight.

Elbows travelling forward

The elbows swing up towards the front, which brings the front delts into a partial front raise and removes tension from the biceps at the top. Keep the upper arms vertical and still.

Cutting the bottom of the range

Stopping with the elbows bent keeps a pump going and skips the lengthened position, which is where the growth evidence tends to point. Straighten the arms fully at the bottom.

Dropping the weight down

The bar falls from the top in half a second. You have removed the entire lowering phase, which is the part everyone claims to care about. Take two to three seconds down.

Wrists curled back under the bar

Letting the wrists extend puts the load into the wrist joint and the forearm rather than through the forearm bones. Keep the wrists neutral and the bar stacked over them.

Variations and swaps

EZ bar curl

An angled bar that puts the forearms in semi-supination. Marcolin and colleagues found the EZ bar produced higher biceps brachii and brachioradialis activity than dumbbell curls, and only small differences from the straight bar. Usually the friendlier option for wrists and elbows.

Dumbbell curl

One weight per hand, with the option to supinate as you curl. Marcolin and colleagues found lower biceps and brachioradialis activity than the EZ bar version, though it exposes side-to-side differences and allows a freer wrist path.

Incline dumbbell curl

Seated on an incline with the arms hanging behind the torso. Holds the biceps long head in a lengthened position throughout, which is the complement a standing curl does not provide.

Preacher curl

Upper arms supported on a pad. Removes swing entirely and loads the bottom of the range hard. The strictest option in the family.

Hammer curl

Neutral grip, thumbs up. Shifts more work to the brachialis and brachioradialis, which sit under and beside the biceps and contribute to arm thickness.

Cable curl

Constant tension throughout the arc and small load increments. A good substitute when a barbell is not in your equipment list.

What the barbell curl actually trains

The standing barbell curl is elbow flexion under load. The biceps brachii is the headline muscle, but it is not working alone and it is not even the strongest elbow flexor. The brachialis sits underneath the biceps and is a pure elbow flexor. The brachioradialis runs along the forearm and contributes most when the forearm is neutral or pronated. Pocket Fit lists Biceps as the main target and Forearms as secondary, which captures this reasonably.

The biceps also supinates the forearm, which is why an underhand grip is the position it works from. Because the barbell fixes your hands in full supination, you get consistent biceps involvement and no supination work.

The biceps crosses the shoulder as well as the elbow, which means arm position changes its length. In a standing curl your upper arms hang vertically, so the muscle sits at a middling length at the bottom. Curling with the arms behind the torso, as on an incline bench, lengthens it. That is why incline curls are worth having alongside standing ones rather than instead of them.

Setting up and curling

Underhand grip at about shoulder width. Stand with the bar against your thighs, arms straight, shoulder blades set down and back, upper arms hanging vertically.

Brace hard. Curl by bending the elbows only, keeping the upper arms still. Squeeze at the top without letting the elbows drift forward. Lower over two to three seconds until the arms are completely straight.

The strictness is not fussiness. The curl is a short-range isolation exercise with a small muscle doing the work, so any swing hands a large proportion of the effort to something else.

About that eccentric cue

The app's fourth cue on this exercise says that most bicep growth happens on the way down. That deserves a straight answer, because it is a claim you will see everywhere and it overstates what the research supports.

Here is what the evidence actually says.

Schoenfeld and colleagues ran a systematic review and meta-analysis of randomised trials comparing concentric-only with eccentric-only training, with all other variables equated, in studies lasting at least six weeks. Fifteen studies met the criteria. Eccentric training produced a larger effect size, but the difference did not reach statistical significance: an effect size difference of 0.25 with a 95 per cent confidence interval from -0.03 to 0.52, and a p value of 0.076. Mean percentage muscle growth across studies was 10.0 per cent for eccentric against 6.8 per cent for concentric. Their conclusion was that both actions are effective and both should be included.

Roig and colleagues' earlier meta-analysis of twenty randomised trials found eccentric training performed at high intensities was more effective for increases in muscle girth, with strength adaptations highly specific to the velocity and contraction mode trained. Douglas and colleagues' systematic review of chronic eccentric training adaptations reaches broadly similar conclusions.

So: eccentric muscle actions are a meaningful driver of hypertrophy, and there is reasonable evidence that eccentric-biased training at high loads has an edge. That is not the same as "most growth happens on the way down". The meta-analysis directly testing that question found a non-significant difference. Control the lowering phase because it is the phase people throw away, not because it accounts for the majority of the adaptation. If someone quotes you a specific percentage, they are making it up.

The practical version of the cue is simple and defensible: take two to three seconds to lower the bar, because it is free training stimulus you are otherwise discarding.

The mistakes that cost you the most

Swinging, which hands the work to your hips and lower back. Letting the elbows travel forward, which brings in the front delts and unloads the top. Cutting the bottom of the range, which removes the lengthened position. And dropping the weight, which discards the very phase you were told to care about.

How to programme the barbell curl

The curl is an isolation exercise in Pocket Fit, which means fixed sets at the end of the session:

  • Gain muscle: 3 sets, 8 to 12 reps, 60 seconds rest.
  • Gain strength: 3 sets, 8 to 12 reps, 60 seconds rest.
  • Lose fat: 3 sets, 12 to 15 reps, 45 seconds rest.

Three sets at every experience level and every goal. The strength prescription deliberately matches the hypertrophy one, because loading a curl in a 3 to 6 rep range produces swinging rather than stronger biceps.

Progression is reps first, up to a cap of 15, then load, and only after a confirmed plateau across two matching sessions. Barbell increments are 5 kg for male users and 2.5 kg for female users.

A 5 kg jump on a curl is a large relative increase, so expect your reps to drop after a load rise. That is normal. Build them back up and the next plateau arrives at a higher weight. If your gym has 1.25 kg change plates, curls are one of the few places micro-loading genuinely helps.

Your biceps also work hard on every row, chin-up and pulldown. Schoenfeld and colleagues' dose-response analysis found weekly volume relates to growth up to a point, and that volume includes the indirect work. Three sets of curls on top of a full pulling session is usually plenty.

Variations and swaps

The EZ bar is the most common swap and often the smartest one. Marcolin and colleagues had twelve participants perform straight bar, EZ bar and dumbbell curls at 65 per cent of one repetition maximum and found the EZ bar produced higher biceps brachii and brachioradialis activation than the dumbbell version, with only small differences between the EZ bar and the straight bar. Their own conclusion was that the choice between the straight and EZ bar is largely a matter of subjective comfort. If a straight bar bothers your wrists or elbows, switch without feeling you are giving something up.

Incline dumbbell curls hold the biceps at a longer muscle length and are the most useful complement to a standing curl. Preacher curls remove swing entirely. Hammer curls shift work to the brachialis and brachioradialis. Cable curls give constant tension and finer load increments.

If you develop persistent pain at the front of the elbow or in the biceps tendon at the shoulder, stop curling through it and get it assessed. These problems respond far better to early, specific management than to another six weeks of trying different grips. This guide is education, not medical advice.

What the evidence does and does not say

Eccentrics matter, but not as much as the cue implies. Covered above. The meta-analysis directly testing concentric versus eccentric hypertrophy found a non-significant difference favouring eccentric work, 10.0 per cent versus 6.8 per cent mean growth. Roig and colleagues found high-intensity eccentric work more effective for muscle girth. Both support controlling the lowering phase. Neither supports a claim about most growth.

Where in the range you train may matter. Pedrosa and colleagues randomised forty-five untrained women to full range, initial partial range, final partial range or varied range knee extension training. The group training the initial, lengthened portion of the range produced greater relative hypertrophy in several muscle regions than the other groups. That is a knee extension study rather than a curl study, so it transfers by inference, but it supports the idea that full range curls with a genuine straight-arm bottom position are worth more than half reps at the top. It is also a reason to include a lengthened-position variation such as the incline curl.

Bar choice is mostly comfort. Marcolin and colleagues found only small differences between the straight and EZ bar, and their practical conclusion was that the choice is subjective. This is also the point to repeat the standing caveat: electromyography amplitude is not a valid proxy for hypertrophy, as Vigotsky and colleagues set out in detail. Arm training content is one of the worst offenders for treating activation charts as growth rankings.

What is missing. There is no good long-term trial ranking curl variations for biceps growth, no trial establishing an optimal number of direct arm sets on top of pulling work, and very little research on any of this in women. Treat confident claims about the best curl with scepticism.

Standing barbell curl: common questions

Does most bicep growth really happen on the way down?

No, that overstates it. Schoenfeld and colleagues' meta-analysis of fifteen studies found eccentric training produced 10.0 per cent mean growth against 6.8 per cent for concentric, but the difference was not statistically significant. Eccentrics matter and should be controlled. They are not the majority of the adaptation.

Straight bar or EZ bar?

Whichever is comfortable. Marcolin and colleagues found only small differences in biceps and brachioradialis activation between them and concluded the choice is subjective. If a straight bar irritates your wrists or elbows, use the EZ bar.

Should I fully straighten my arms at the bottom?

Yes. The bottom is where the biceps is loaded at its longest, and evidence on training at long muscle lengths points to that portion of the range being valuable. Stopping short keeps a pump but removes the position most likely to be productive.

How many sets of curls should I do?

Three, at every goal and experience level in Pocket Fit. Your biceps already work hard on every row, pulldown and chin-up, and that indirect volume counts.

Why does the app not give me heavy low-rep curls?

Because a curl is not a strength exercise. Both the muscle-building and strength prescriptions use 8 to 12 reps, since loading an isolation movement heavily enough for 3 to 6 reps produces swinging and lower back involvement rather than stronger biceps.

Is it bad to swing a little at the end of a set?

It is not dangerous in small doses, but understand what it is: a way to keep the bar moving once the biceps have stopped being able to move it. If you want to extend a set, drop the weight and keep the form rather than adding momentum.
