How to perform it

Holding a cambered bar at thigh level with the elbows at your sides, curl it to shoulder height and lower it under control.

  1. Load a cambered bar and stand with the feet hip width apart.
  2. Grip the inner angled section with the palms facing up and out.
  3. Stand tall with the bar resting against the thighs.
  4. Set the upper arms lightly against your sides.
  5. Brace the abs and squeeze the glutes.
  6. Curl the bar towards the shoulders by bending the elbows only.
  7. Keep the upper arms from drifting forward.
  8. Stop when the forearms are just past vertical.
  9. Lower under control over about three seconds.
  10. Straighten the arms fully at the bottom before the next rep.

Common mistakes

Swinging the torso

Rocking back to start each rep moves the load to the hips and the lower back. Brace and keep the ribs down.

Elbows drifting forward

Letting the upper arms travel forward turns the top half into a front raise and unloads the biceps.

Stopping short at the bottom

Half straightening the arms removes the stretched position, which is the part most worth training.

Gripping the wrong section

The camber offers two angles. Using the one that twists your wrist is the fastest way to sore elbows.

Loading it like a row

If the bar only moves when your whole body helps, the weight is wrong and the biceps are doing less than you think.

What the EZ bar curl actually trains

An EZ bar curl is an elbow flexion exercise performed with a cambered bar, curling the weight from thigh level to shoulder height with the upper arms held at your sides.

The biceps brachii is the main mover, both the long head running down the outer upper arm and the short head on the inner side. The brachialis sits underneath and contributes heavily to elbow flexion at every angle, and the brachioradialis in the forearm assists, more so as the grip moves away from full supination.

The bar is the only thing separating this from a straight barbell curl, and it is worth being honest about what that changes. The camber lets the hands sit partly pronated instead of fully supinated. For most people that is simply more comfortable, because a straight bar locks the forearms into one supinated position that plenty of wrists and elbows dislike under load.

What the camber does not do is create a different exercise. Marcolin and colleagues compared biceps brachii and brachioradialis activity across curl variants and found the differences were modest, with grip and forearm position shifting the balance between the elbow flexors rather than switching any of them off.

So the EZ bar curl and the straight bar curl are the same movement with slightly different wrist angles. The slightly less supinated grip gives the brachioradialis a marginally bigger share and the biceps a marginally smaller one. If that troubles you, use a straight bar. If a straight bar hurts, the theoretical difference is worth nothing against being able to train hard without pain.

The real case for the EZ bar is dull and practical. It lets most people load elbow flexion heavily, with both arms working together, no balance problem and no wrist complaints. That is enough.

Setting up and executing

Load the bar and stand with your feet about hip width apart, holding the inner angled section with the palms facing up and slightly outwards.

Stand tall with the bar resting against your thighs and the upper arms lightly touching your sides. Brace the abs and squeeze the glutes so the torso has nowhere to go.

Curl the bar towards your shoulders by bending the elbows and nothing else. The upper arms stay where they are.

Stop when the forearms are just past vertical, which is where the resistance starts falling away anyway.

Lower over about three seconds, and straighten the arms fully at the bottom before starting the next rep.

The mistakes that cost you the most

Swinging the torso is the fault that defines barbell curling. A small backward lean at the start of each rep lets you move a weight your biceps cannot lift, and the difference is made up by your hips and lower back. If the bar only moves when your whole body helps, the load is wrong.

Elbows drifting forward is the subtler version of the same problem. Once the upper arms travel forward, the top half of the rep becomes a front raise and the biceps are unloaded exactly where you think you are squeezing hardest.

Stopping short at the bottom is common and expensive. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the bottom of a curl is where the biceps are lengthened. Straighten the arms.

Gripping the wrong section of the camber causes more elbow trouble than any amount of heavy loading. The bar offers two angles for a reason. Use whichever lets your wrist sit neutral.

And loading it like a row is the summary of all four. A curl is a small exercise. Treating it like a pulling lift produces sore forearms, a tired back and biceps that were barely involved.

Sets, reps and rest by goal

Three or four sets is enough for most people, and the rep range matters less than the effort.

For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, four sets of six to eight with two minutes, though biceps strength is rarely a goal in itself. In a fat loss phase, three sets of twelve to twenty with a minute.

Slow the lowering to around three seconds. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when other variables are matched, so the argument for the slow return is not that it is magic. It is that a controlled descent keeps you from bouncing out of the bottom and cutting the range short.

Total weekly volume is the variable that actually moves biceps size. Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which means ten to twenty hard sets across the week, spread over two or three sessions, beats any argument about which curl to use.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On a barbell curl the rep before failure is also the last rep with clean technique, so that stopping rule costs you nothing.

Where it fits in your split

At the end of a pulling or arms session, after the heavy work.

On push, pull and legs it goes on pull day after the rows and pulldowns. On a bro split it opens the biceps portion of arm day. On an upper and lower split it belongs at the end of either upper session. On a full body programme it is the first thing to cut when time is short.

The reason it goes last is not that curls are unimportant. It is that they are cheap. A curl fatigues almost nothing except the elbow flexors, so it costs you nothing to do it after your rows, whereas rowing after curls is measurably worse.

Two sessions of direct biceps work a week is a reasonable default, three if arms are a priority. The biceps recover quickly, get substantial work from every pulling exercise you do, and respond better to frequency than to one enormous arm day.

If you only ever did one curl, this would be a defensible choice. It loads well, it is available in every gym and it does not punish your wrists.

Variations worth knowing

The straight bar curl is the same exercise with the wrists fully supinated, which some people prefer and others cannot tolerate.

The EZ bar preacher curl fixes the upper arms on a pad, which removes the swing entirely and shifts the hardest part of the range towards the stretched position.

The EZ bar reverse curl flips the grip over and moves the work towards the brachialis and brachioradialis, which is worth doing for arm and forearm thickness.

A wide grip on the outer angles changes the shoulder position slightly and is a reasonable way to add variety without pretending it is a new exercise.

The cheat curl uses a deliberate hip drive to get through the sticking point followed by a slow lowering, which is a legitimate way to overload the eccentric rather than a moral failure.

And the dumbbell curl allows full supination and exposes side to side differences that a bar hides completely.

What the evidence says

Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found grip and forearm position shift the balance between elbow flexors modestly, which supports treating curl variations as small adjustments rather than distinct exercises.

Lehman examined how grip width and forearm pronation or supination alter upper body muscle activity, reinforcing that hand position is the meaningful variable when you change bars.

Pallares and colleagues found full range training produced superior strength and hypertrophy outcomes compared with partial range work, which is the argument for straightening the arms at the bottom of every rep.

Pedrosa and colleagues found that when partial ranges are used, those carried out at long muscle lengths produce more favourable adaptations, which is why the bottom half of a curl is worth more than the top half.

Schoenfeld and colleagues compared concentric and eccentric muscle actions and found broadly similar hypertrophy, so the controlled lowering is about technique and range rather than a separate growth mechanism.

Schoenfeld and colleagues also found a dose response between weekly set volume and muscle growth, which is the single most useful number in arm training.

Refalo and colleagues found training close to failure is not required for growth, which suits an exercise where the failure rep is also the rep with the swing in it.

Common questions

Is the EZ bar better than a straight bar?

Not for muscle growth, and the difference in muscle activity between curl variants is small. It is better for wrists, which is a real advantage if a straight bar bothers you. Pick the one you can load hard without discomfort and stop thinking about it.

Which part of the camber should I hold?

Whichever lets your wrist sit in a neutral, painless position. The inner angles give a narrower, more supinated grip, the outer ones a wider and more pronated one. Neither is meaningfully better for growth, so comfort decides.

Should I straighten my arms completely?

Yes. The stretched bottom position is where the biceps are lengthened and where the most useful work happens, and full range training beats partial range training for both strength and size. Stopping halfway is how people spend years curling with nothing to show.

Is cheating on the last few reps acceptable?

It is if the cheating is deliberate and the lowering stays slow. Using the hips to pass the sticking point and then controlling the descent is a real training method. Using the hips because the weight was never appropriate is just a bad set.

How many curls do I actually need?

Fewer than most people do. Ten to twenty hard sets of elbow flexion a week, spread across two or three sessions, covers it, and every row and pulldown you do already contributes. Adding a fifth curl variation adds nothing that a sixth hard set would not.
