How to perform it
Seated at the machine with your chest against the pad, drive your elbows back to pull the handles to your abdomen.
- Adjust the seat so the handles sit level with your lower chest.
- Set the chest pad so you can reach the handles with straight arms.
- Sit down and place your feet flat on the floor or the platform.
- Take the handles with a neutral or overhand grip.
- Press the chest into the pad and brace the abs.
- Let the arms extend fully and the shoulder blades travel forward.
- Drive the elbows back towards your hips.
- Pull the handles to your abdomen and pause.
- Keep the chest on the pad rather than pulling away from it.
- Return slowly over three seconds to a full stretch.

Common mistakes
Chest coming off the pad
Leaning back to move more weight removes the support that makes this exercise worth choosing.
Seat height wrong
Handles above or below your lower chest change the pull angle and crowd the shoulder. Adjust before loading.
Pulling with the hands
Gripping hard and yanking makes this a biceps and forearm exercise. Think about the elbows.
Half reps at the front
Failing to let the arms straighten removes the stretched position where much of the growth stimulus sits.
Letting the stack slam
Dropping the weight back skips the eccentric, which is free work on a machine.

What the seated machine row actually trains
A seated machine row is a horizontal pulling movement performed on a machine, usually with the chest against a pad, where you drive the handles back towards your abdomen.
The latissimus dorsi and teres major bring the upper arm back and down. The rhomboids and middle trapezius retract the shoulder blades, the posterior deltoid works at the finish, and the biceps and forearm flexors work at the elbow. Unlike a bent over row, the erector spinae does very little, because the machine is holding your torso up instead of your back.
That is the whole argument for it and it is a strong one.
Fenwick and colleagues compared rowing variations and found unsupported bent over rowing produces substantially higher lumbar spine loads than supported versions. Removing that demand does two things. It lets you train the back on days when your spine has already worked, and it means the set ends when your back muscles are tired rather than when your lower back gives up. Those are different failure points and only one of them is useful.
The second advantage is that it is easy to take close to failure. There is no bar to control and nowhere for a failed rep to go except back to the stack. Rows on a barbell tend to be stopped early because position degrades; rows on a machine can be pushed until the handles stop moving.
What you give up is the stabilising work and the skill of holding a loaded hinge, which are genuine but not muscle building. And you give up nothing at all in terms of which muscles are trained. Lehman and colleagues found that variations in grip and pulling style change latissimus dorsi activation far less than lifters assume, so the idea that a machine row somehow trains a different back is not supported.
Setting up and executing
Adjust the seat so the handles sit level with your lower chest, then set the chest pad so you can reach the handles with straight arms.
Sit down with your feet flat on the floor or the platform. Take the handles with a neutral or overhand grip depending on what the machine offers.
Press your chest into the pad and brace the abs.
Let the arms extend fully at the front, allowing the shoulder blades to travel forward. That is the start position, not a rest.
Drive the elbows back towards your hips and pull the handles to your abdomen. Pause for a beat with the shoulder blades squeezed together.
Return slowly over about three seconds to a full stretch, keeping the chest on the pad the whole time.
The mistakes that cost you the most
Chest coming off the pad is the fault that undoes the exercise. The pad is why you chose this row. If you are leaning back to shift a heavier stack, you have reinvented a bad bent over row while sitting down. Reduce the weight until your chest stays put.
Seat height wrong is the setup error people never revisit. If the handles sit above your lower chest, you pull high and crowd the shoulder; if they sit too low, you round forward to reach them. Two seconds of adjustment fixes it.
Pulling with the hands makes this a forearm and biceps exercise with a back shaped movement attached. Think about driving the elbows back and let the hands be hooks.
Half reps at the front remove the stretched position, and Pallares and colleagues found full range training beat partial work for both strength and hypertrophy. Let the arms straighten.
And letting the stack slam skips the eccentric. Schoenfeld and colleagues compared concentric and eccentric actions and found eccentric work produces at least comparable hypertrophy, so throwing away the return is throwing away half the set for no time saved.
Sets, reps and rest by goal
Because failure is safe and position does not degrade, you can programme this more aggressively than a barbell row.
For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Take the last set of the exercise to genuine failure. On a machine that means pulling until the handles stop, which is a place most people never take a row.
Kara and colleagues studied trapezius activation during scapular retraction exercises and found the ratios between the upper, middle and lower portions shift with how the movement is performed, which is a reason to squeeze the shoulder blades deliberately at the finish rather than only pulling with the arms.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping a rep or two short produces comparable growth, so spend most sets close to but not at failure and reserve the last one for the machine's main advantage.
Where it fits in your split
Early or mid session, as the main or second horizontal pull.
On push, pull and legs it goes on pull day. On a bro split it sits early or mid session on back day. On an upper and lower split it can appear in both upper sessions, since it costs very little recovery. On a full body programme it is fast and needs almost no setup.
There are two clean ways to use it. As your main row, if you train alone, if free weight rowing bothers your lower back, or if your week already contains heavy deadlifts and squats. It loads the target muscles well and lets you train hard without conditions.
Or as the second row, after barbell work, when your lower back is the thing that is tired rather than your lats. The machine lets you keep loading the back past the point where the free weight version would stop being a back exercise.
Two rowing sessions a week is a reasonable default. Back musculature tolerates frequency well.
Be honest about how much the choice matters. Between a machine row, a cable row and a chest supported dumbbell row, the differences are small. Pick the one your gym does well and progress it.
Variations worth knowing
The seated cable row is the same pull without a chest pad, which allows torso movement and a longer range at the cost of strictness.
The chest supported dumbbell row uses an incline bench and free weights, giving each arm an independent path and a longer stretch at the bottom.
A single arm machine row, on machines with independent handles, lets the shoulder blade travel further and exposes side to side differences.
A wide overhand grip on the same machine pulls slightly higher and involves the rhomboids and middle trapezius a little more, though the difference is smaller than it feels.
The T-bar row is a landmine loaded row, usually with a chest pad on machine versions, allowing heavy loading with support.
And the bent over barbell row is the free weight original, which loads more total musculature and asks considerably more of your lower back.
What the evidence says
Fenwick and colleagues compared rowing exercises for trunk muscle activation and lumbar spine load, and found supported rowing places far lower demands on the spine than bent over variations, which is the main practical case for choosing a machine.
Lehman and colleagues examined activation across traditional latissimus dorsi exercises and found grip and pull variations shift activation much less than commonly claimed, supporting the view that row variants overlap heavily.
Kara and colleagues measured trapezius activation ratios during scapular retraction exercises and found the balance between portions changes with execution, which supports a deliberate squeeze at the finish of each rep.
Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a complete stretch at the front of each repetition.
Schoenfeld and colleagues compared concentric and eccentric muscle actions and found eccentric work at least matches concentric for hypertrophy, which is why controlling the return matters.
Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, with the machine making the final failure set practical.
Common questions
Is a machine row as good as a barbell row?
For back size, yes. The muscles trained are the same and the machine lets you get closer to failure without your lower back ending the set. What you lose is the stabilising work and the skill of holding a loaded hinge, which matter for lifting performance rather than for growth.
How is this different from a seated cable row?
Mostly the chest pad. The machine version keeps your torso fixed and makes cheating harder; the cable version allows torso movement and a slightly longer range. They are near duplicates, and doing both in the same session is redundant. Pick one per session and rotate if you like variety.
Should I use a wide or narrow grip?
Whichever feels better. A wider overhand grip pulls slightly higher and involves the rhomboids a little more; a narrower neutral grip pulls lower and favours the latissimus dorsi. The difference in outcome is small enough that comfort is a reasonable deciding factor.
Why does my lower back not work here?
Because the pad is holding your torso up. That is the design, not a flaw. If you want your erectors trained, do a hinge or an unsupported row and accept the cost that comes with it.
Can I train to failure every set?
You can, since it is safe, but there is little reason to. Stopping a rep or two short produces comparable growth with less fatigue, so save the true failure set for the end of the exercise.
