How to perform it
Hanging under a fixed bar with the body straight, pull your chest up to the bar.
- Set a barbell in a rack or a Smith machine at roughly hip to waist height.
- Lie underneath it and take an overhand grip slightly wider than shoulder width.
- Walk the feet forward until your body hangs at an angle beneath the bar.
- Straighten the legs with the heels on the floor, or bend the knees to make it easier.
- Squeeze the glutes and brace the abs so the body forms a straight line from head to heels.
- Start with the arms fully extended and the shoulder blades allowed to travel forward.
- Pull by driving the elbows back and down until your chest reaches the bar.
- Keep the hips level with the shoulders throughout rather than letting them drop.
- Pause for a beat at the top with the shoulder blades drawn together.
- Lower over about two seconds until the arms are fully straight again, then repeat.

Common mistakes
Sagging hips
Letting the hips drop turns a full body straight-line hold into a shortened, easier pull and takes the core out of it. Squeeze the glutes before every rep and end the set when the line breaks.
Pulling the chin instead of the chest
Craning the neck to touch the bar with your face makes the rep look complete while the back does less. The chest should reach the bar.
Not straightening the arms at the bottom
Living in the top half removes the stretched position and the scapular travel that make this exercise worth doing. Let the arms extend fully between reps.
Setting the bar too low
A bar close to the floor makes the exercise much harder and the setup cramped. Start at hip or waist height and lower it only when the reps become easy.
Treating it as a warm-up only
Done at a hard angle with a pause, this is a genuine strength exercise. Two light sets before pull-ups is not the same as training it.

Variations and swaps
Bent-knee inverted row
Knees bent and feet flat. The easiest version, and where to start if you cannot hold a straight line.
Feet elevated inverted row
Heels on a bench or box, which brings the body closer to horizontal. The standard progression once straight-leg reps are easy.
Ring or TRX row
Suspension straps let the wrists rotate freely and add a stability demand. Usually the most shoulder friendly version.
Weighted inverted row
A plate on the chest or a weight vest. How to keep progressing once feet elevated reps are comfortable.
Underhand inverted row
Palms facing you, which brings the biceps in more and lets the elbows travel closer to the body.
Single-arm inverted row
One hand on the bar with the body rotating slightly. A significant step up that adds an anti-rotation demand.
What the inverted row actually trains
The inverted row is a horizontal pull done against your own bodyweight. The lats, mid and lower trapezius, rhomboids and rear delts do the pulling, the biceps assist, and the whole trunk works isometrically to hold the body in a straight line for the length of the set.
It is the horizontal counterpart to a pull-up, and it deserves the same status. Most programmes contain a vertical bodyweight pull and no horizontal one, which is a strange asymmetry given how much pressing volume the average person does.
Two things make it genuinely useful. The first is that difficulty is adjusted by moving your feet, which means it scales continuously from very easy to very hard without any equipment changes. Bend the knees and it is accessible to a complete beginner. Elevate the feet and add a vest and it is hard for anyone.
The second is that the load on the spine is low. Fenwick and colleagues compared spine loads and muscle activity across rowing variations and found the inverted row produced substantially lower spine loading than a bent-over row while still training the back muscles. That makes it a sensible choice on days when the lower back has already had enough.
Setting up and executing
Set a barbell in a rack or a Smith machine at roughly hip to waist height. Lie underneath and take an overhand grip slightly wider than shoulder width.
Walk your feet forward until your body hangs at an angle beneath the bar. Straight legs with the heels on the floor is the standard version. Bent knees with the feet flat is the easier one.
Squeeze the glutes and brace the abs so your body forms a straight line from head to heels. That squeeze before every rep is what stops the hips sagging, and it matters more than anything else here.
Start with the arms fully extended and let the shoulder blades travel forward. Pull by driving the elbows back and down until your chest reaches the bar. Not your chin, your chest.
Pause for a beat at the top with the shoulder blades drawn together, then lower over about two seconds until the arms are fully straight again.
The mistakes that cost you the most
Sagging hips is the defining fault. The hips drop, the body shortens into a jackknife, and the range and the core demand both quietly reduce. It happens gradually and nobody notices from underneath. Squeeze the glutes before every rep and end the set when the straight line breaks rather than when your arms give out.
Pulling the chin instead of the chest is the fault that makes reps look complete when they are not. Craning the neck upward covers the last few centimetres without the back doing any more work. Touch the bar with your chest.
Not straightening the arms at the bottom removes the stretched position and the scapular travel that make the exercise worth doing. Pallares and colleagues found full range training generally beat partial range training, and here that means letting the arms extend and the shoulder blades come forward between reps.
Setting the bar too low is a setup error that makes everything harder for no reason. Hip to waist height is a sensible start.
And treating it as a warm-up only is the programming error. Two easy sets before pull-ups is not training this movement. At a hard angle with a pause at the top, it is a real strength exercise.
Sets, reps and rest by goal
For muscle gain, three to four sets of eight to fifteen at an angle that makes that range genuinely hard, with ninety seconds of rest. For strength work, three to four sets of five to ten at a difficult angle, feet elevated and weighted if needed, with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute of rest.
The progression rule matters here because there is no stack to add to. Start with bent knees. Move to straight legs. Then elevate the feet. Then add a plate on the chest or a weight vest. Each step is a real jump, so expect your reps to drop when you take one.
What you should not do is keep adding reps at an easy angle. Twenty five easy inverted rows trains endurance, not strength.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth to training to failure. On this exercise, the honest stopping point is when the hips start to drop.
Where it fits in your split
As a horizontal pull, in the main block of a back or upper body session.
On push, pull and legs it goes on pull day. On an upper and lower split it is the horizontal pull in the upper session. On a bodyweight programme it is a cornerstone.
Its best use for most people is as a complement rather than a replacement. Run it alongside a loaded row, or use it as your horizontal pull on the day of the week that already includes deadlifts, since it costs your lower back almost nothing.
It is also a legitimate way to build towards pull-ups. The strength carryover is not perfect, since one is horizontal and one is vertical, but it develops the same muscles and the same scapular control with a load you can actually manage.
Variations worth knowing
The bent-knee version, with the feet flat on the floor, is where to start if you cannot hold a straight line. There is no shame in it and it is far more productive than sagging through a harder version.
Elevating the feet on a bench or box brings the body closer to horizontal and is the standard progression once straight-leg reps become easy.
Rings or a TRX let the wrists rotate freely through the pull, which most people find more comfortable on the shoulders and elbows, and add a stability demand that a fixed bar does not have.
Adding weight, a plate on the chest or a vest, is how you keep progressing once feet elevated reps are comfortable.
An underhand grip brings the biceps in more and lets the elbows travel closer to the body, which many people find is where they feel their lats most.
And the single-arm version, with the body rotating slightly as you pull, is a large step up that adds an anti-rotation demand on top of the row.
What the evidence says
Fenwick and colleagues compared spine loads and muscle activity across the bent-over row, the inverted row and the single-arm row. The inverted row produced markedly lower spine loading while still generating substantial back muscle activity, which is the strongest specific argument for including it.
Youdas and colleagues and Dickie and colleagues both examined bodyweight pulling exercises and how grip and variation change muscle activity. The general conclusion, that variation in grip and body position meaningfully changes what a bodyweight pull trains, supports rotating between overhand, underhand and ring versions rather than picking one forever.
Pallares and colleagues found full range training produced better adaptations than partial range training, which is the case for straightening the arms at the bottom.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and neither suggests bodyweight exercises should be treated differently from loaded ones.
Vigotsky and colleagues remain the caution against reading activation comparisons between rowing variations as a ranking of which builds the most back.
Common questions
How do I make it harder or easier?
Move your feet. Bending the knees and putting the feet flat makes it easiest. Straightening the legs makes it harder. Elevating the feet on a bench brings you closer to horizontal and harder still. Beyond that, add a plate on your chest or a weight vest. The angle of your body relative to the floor is the dial.
Is it as good as a barbell row?
For back muscle, comparable at a matched difficulty. For total load and whole-body demand, no. For sparing your lower back, considerably better, since Fenwick and colleagues found much lower spine loading. The practical answer is that they complement each other, and the inverted row is the one to reach for when your lower back is already loaded.
Will it help me get my first pull-up?
Yes, though it is not a complete solution on its own. It builds the same back muscles and teaches the same scapular control at a load you can manage, which is more than most people can say for hanging from a bar. Pair it with assisted pull-ups or slow negatives for the vertical pattern specifically.
What if I do not have a rack?
A sturdy table works, gripping the edge with your body underneath. Suspension straps or rings anchored to a door frame or a beam are better still and cost very little. A Smith machine, if your gym has one, is close to ideal because the bar height adjusts in seconds.
How many reps should I be able to do?
Whatever number makes eight to fifteen genuinely hard at your chosen angle. If you can do twenty five, the angle is too easy and you should elevate your feet rather than continue counting. If you cannot do five with straight legs, bend your knees. The rep count is not the measure, the difficulty of the position is.
