How to perform it

Seated with your elbow braced against the inside of your thigh, curl a dumbbell from a straight arm to full flexion, then lower under control.

  1. Sit on the end of a bench with your feet wide.
  2. Take a dumbbell in one hand and lean forward from the hips.
  3. Place the back of that upper arm against the inside of the same side thigh.
  4. Let the arm hang straight down with the palm facing forward.
  5. Rest the free hand on the other knee for support.
  6. Curl the dumbbell up towards the shoulder.
  7. Keep the upper arm pinned against the thigh throughout.
  8. Supinate so the little finger turns slightly upwards near the top.
  9. Squeeze for a beat at full flexion.
  10. Lower over three seconds until the elbow is fully straight.

Common mistakes

Letting the elbow slide up the thigh

If the arm creeps upwards the shoulder starts helping. The upper arm should stay in one place from first rep to last.

Stopping short at the bottom

Half of the point of the brace is that you can reach full elbow extension safely. Use it.

Pulling with the torso

Rocking the trunk backwards to finish a rep undoes the only advantage this exercise has.

Going too heavy

A strict single arm curl moves far less weight than a standing barbell curl, and pretending otherwise reintroduces the swing.

Rushing the lowering phase

The descent is where a light dumbbell earns its keep, so take three seconds over it.

What the concentration curl actually trains

A concentration curl is a single arm biceps isolation exercise performed seated, with the back of the upper arm braced against the inside of the thigh while you curl a dumbbell from a straight arm to full flexion.

The biceps brachii does the visible work, flexing the elbow and supinating the forearm. The brachialis underneath contributes throughout, and the brachioradialis joins in as the load rises.

The brace is the entire idea. With the upper arm pressed into your thigh, the shoulder cannot flex, the torso cannot rock and the elbow cannot travel forward. Every mechanism people normally use to cheat a curl is physically blocked. What is left is elbow flexion against a dumbbell, which is what you claimed you wanted.

This exercise carries an unusual amount of folklore, most of it descended from a magazine study that reported very high electrical activity in the biceps during concentration curls. That result gets repeated as though it settled something. Vigotsky and colleagues explained why it does not: surface electromyography amplitude reflects electrical activity under one set of conditions and does not translate cleanly into how much a muscle grows.

So treat the reputation with suspicion and the mechanics with respect. The mechanics are genuinely good.

The resistance profile is worth knowing. With the arm hanging vertically, the dumbbell is hardest to move when your forearm is horizontal, which is roughly the middle of the range. The bottom is lightly loaded and the top eases off as the forearm passes vertical. That is a normal dumbbell curve, not a flaw, but it means this is a mid range exercise.

Setting up and executing

Sit on the end of a bench with your feet wide and take a dumbbell in one hand.

Lean forward from the hips and place the back of that upper arm firmly against the inside of the same side thigh. Rest your free hand on the other knee so the torso has support.

Let the working arm hang straight down with the palm facing forward. Full extension at the bottom is the starting position, not a place you visit occasionally.

Curl the dumbbell up towards the shoulder with the upper arm pinned in place, turning the little finger slightly upwards as you approach the top.

Squeeze for a beat at full flexion, then lower over about three seconds until the elbow is completely straight again, and start the next rep without a bounce.

The mistakes that cost you the most

Letting the elbow slide up the thigh is the fault that quietly removes the brace. As a set gets hard, the arm creeps upwards, the shoulder starts flexing and you have converted a strict curl into a slightly awkward standing one. The upper arm should be in the same spot on the last rep as on the first.

Stopping short at the bottom is a wasted opportunity. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the whole point of the thigh brace is that you can safely reach a fully straight elbow with no temptation to swing out of it.

Pulling with the torso is the other escape route. If your chest is rising as the dumbbell comes up, you are rowing.

Going too heavy causes all three faults at once. A strict single arm curl will always move less than a standing barbell curl, and the number on the dumbbell is not the point.

And rushing the lowering phase discards the part of the rep where a light dumbbell does the most. Schoenfeld and colleagues found eccentric actions produce slightly greater hypertrophy than concentric ones, and a controlled three second descent is free.

Sets, reps and rest by goal

Moderate to high reps, controlled tempo, modest rest.

For muscle gain, three sets of ten to fifteen per arm with a minute between arms. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.

Because you work one side at a time, the exercise takes roughly twice as long as a two arm curl for the same number of sets. Factor that in rather than being surprised by it. A practical approach is to rest one arm while the other works, which turns dead time into training time.

Progression is slow and comes mostly through reps. Dumbbell increments are large relative to how much you can curl strictly, so expect to sit at a weight for weeks while the rep count climbs.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Sets here count fully, since almost nothing is being contributed by other muscles.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, though on a braced single arm curl there is no risk in the final rep, so taking the last set to failure is reasonable.

Where it fits in your split

At the end of a session, after the heavy pulling.

On push, pull and legs it goes late on pull day, after rows and chin-ups have already loaded the biceps hard. On a bro split it comes after the heavier curls on arm day. On an upper and lower split it works as a finisher in either upper session. On a full body programme it is optional and belongs last.

Its most defensible use is for side to side differences. Because you can only do one arm at a time and the shoulder cannot compensate, an imbalance in reps or in how a set feels shows up immediately. Liao and colleagues found unilateral and bilateral training produce broadly similar strength outcomes, so single arm work is not superior by default, but it is far better at exposing what is going on.

Do not build a biceps programme around it. Two or three sets at the end of a pulling session, twice a week, is the sensible dose.

Variations worth knowing

The standing concentration curl removes the thigh brace, keeping the bent over position and letting the arm hang free, which requires more self discipline for less benefit.

A cable concentration curl replaces the dumbbell with a low pulley and keeps tension on at the top, where a dumbbell fades.

The preacher curl lets a bench do the bracing, which allows both arms at once and heavier loads for the same strictness.

The incline dumbbell curl loads the stretched position rather than mid range, and pairs well with this rather than competing with it.

A hammer concentration curl uses a neutral grip and shifts more work onto brachialis and brachioradialis.

And the spider curl, chest down on an incline bench with the arms hanging vertically, is essentially the two arm version of the same idea.

What the evidence says

Marcolin and colleagues compared curl variants and found the balance of activity between biceps brachii and brachioradialis changes with arm position and grip, which supports the idea that where you fix your upper arm matters more than which piece of equipment you hold.

Vigotsky and colleagues cautioned that surface electromyography amplitude cannot be read directly as a measure of hypertrophic stimulus, which is the correct response to the widely repeated claim that this exercise produces the highest biceps activation of any curl.

Liao and colleagues reviewed unilateral against bilateral resistance training and found comparable outcomes for strength, meaning single arm work is a useful tool for exposing differences rather than a superior training method.

Pallares and colleagues found full range training beat partial range work, supporting the full straightening of the elbow that the thigh brace makes safe.

Schoenfeld and colleagues found eccentric actions produced slightly greater hypertrophy than concentric ones, which justifies the slow descent.

Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found sets stopped short of failure grow muscle comparably to sets taken to it.

Common questions

Is this really the best biceps exercise?

No. That reputation comes from an electromyography result, and Vigotsky and colleagues have explained why activation amplitude does not settle questions about growth. It is a good strict curl with an unusually honest setup, which is a fair claim and enough of one.

How is it different from a preacher curl?

The bracing surface. A preacher bench supports the whole upper arm and lets you use both arms and more weight; your thigh supports one arm and forces you to go lighter and slower. The loading is similar enough that doing both in one session is redundant.

Should my arm be fully straight at the bottom?

Yes. The brace exists precisely so you can reach full extension without swinging back out of it. Cutting the bottom short throws away the safest full range curl available to you.

Why can I curl so much less than standing?

Because standing curls borrow from the shoulders, the hips and the lower back, often more than people realise. Removing those contributions typically cuts the usable load by a third or more, which tells you something about the standing version rather than about this one.

Is it worth the extra time?

Only if you value the strictness or want to track one side against the other. If you are short on time, a two arm cable or preacher curl gets you similar stimulus in half the session length, and total volume matters far more than which curl you picked.
