How to perform it

Lying on a bench with a rope attached to a low pulley behind your head, extend the elbows from a fully bent position to lockout.

  1. Attach a rope to a pulley set at the lowest position.
  2. Place a flat bench directly in front of the pulley.
  3. Sit at the far end, take the rope, and lie back with it overhead.
  4. Set the feet flat and press the lower back lightly into the bench.
  5. Start with the elbows bent and the hands near your forehead.
  6. Angle the upper arms slightly back rather than straight up.
  7. Extend the elbows until the arms are straight.
  8. Pull the rope ends apart as you lock out.
  9. Squeeze for a beat at the top.
  10. Lower over two to three seconds until the triceps are fully stretched.

  • Set the bench so the cable pulls in line with your arms

Common mistakes

Elbows flaring wide

Letting the elbows split apart shifts work to the chest and shoulders. Keep them roughly shoulder width.

Upper arms drifting

Rowing the elbows back and forth turns the extension into a pullover. Fix the upper arms and move only the forearms.

Bench too far from the pulley

If the cable angle is wrong the resistance disappears at the bottom, which was the reason to use a cable.

Stopping short at the bottom

The stretched position is where the long head is loaded best. Let the forearms pass parallel.

Locking out with a jerk

Snapping into lockout loads the elbow rather than the triceps. Finish smoothly and squeeze.

What the rope skull crusher actually trains

A rope skull crusher is a triceps isolation exercise performed lying on a bench with a rope attached to a low pulley behind your head, extending the elbows from a fully bent position to lockout.

All three heads of the triceps brachii extend the elbow. The lateral and medial heads cross only the elbow, so their length depends purely on how bent your arm is. The long head also crosses the shoulder, which means it is stretched when the arm is raised overhead and shortened when the arm is by your side. The anconeus assists near lockout.

That distinction is the most useful thing to understand about triceps training.

Because the cable comes from a low pulley behind your head, your upper arms are angled back rather than pointing at the ceiling. That puts the shoulders into partial flexion, which holds the long head at a longer length than a pushdown does, though not as long as a full overhead extension.

The rope lets the elbows and wrists find their own line instead of being locked in by a bar, which most elbows prefer, and it lets you pull the rope ends apart at lockout.

The cable itself is the other real feature. A free weight skull crusher has almost no resistance at the very bottom, where your forearms are near your head and the bar is close to the pivot. A cable pulling from behind you keeps tension there, which is the part of the range worth loading.

So this is a good exercise. It is not, however, a substitute for genuine overhead work if long head growth is the goal.

Setting up and executing

Attach a rope to a pulley set at its lowest position and place a flat bench directly in front of it, running away from the machine.

Sit on the far end, take the rope in both hands, and lie back so the rope comes over your head.

Set your feet flat and press the lower back lightly into the bench so the ribs stay down.

Start with the elbows bent and the hands near your forehead, with the upper arms angled slightly back over your head rather than straight up.

Extend the elbows until the arms are straight, pulling the rope ends apart as you lock out, and squeeze for a beat.

Lower over two to three seconds until the triceps are fully stretched, keeping the upper arms exactly where they were.

The mistakes that cost you the most

Elbows flaring wide is the fault that turns a triceps exercise into a chest and shoulder exercise. As the set gets hard the elbows want to split apart so the pecs can help. Keep them roughly shoulder width and stop the set when you cannot.

Upper arms drifting is the subtler version of the same thing. If the elbows swing back and forth, you are performing a hybrid of an extension and a pullover. Fix the upper arms in place and move only the forearms.

A bench too far from the pulley destroys the cable angle, which was the entire reason to choose a cable over a bar. If tension vanishes when your hands come near your head, move the bench closer.

Stopping short at the bottom is the most costly mistake. Pedrosa and colleagues found partial ranges performed at long muscle lengths produced more favourable hypertrophy than the same partials done short, and the bottom of this movement is the long muscle length. Let the forearms pass parallel.

And locking out with a jerk puts the load on the elbow joint rather than the muscle. Finish smoothly, hold for a beat, and let the tension stay on the triceps.

Sets, reps and rest by goal

Triceps isolation work suits moderate to high reps, and cables suit them even better because the resistance is constant.

For muscle gain, three sets of ten to fifteen with sixty seconds rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For triceps, remember that every press you do already contributes, so six to twelve direct sets a week on top of your pressing is a reasonable range for most people.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On this movement the last usable rep is the last one where your elbows stay put, and drop sets on the stack are an easy way to add volume once you get there.

Where it fits in your split

After the pressing, in a push or arm session.

On push, pull and legs it goes on push day after the bench and overhead work. On an upper and lower split it belongs after pressing in the upper sessions. On a bro split it is the stretched position triceps movement on arm day. On a full body programme it is worth including when arms are a priority.

The useful way to think about triceps exercise selection is by shoulder position rather than by implement. Maeo and colleagues found that elbow extension trained with the shoulder flexed, meaning overhead, produced substantially more long head growth than the same work with the arm by the side. That finding should shape your programme.

Applied here, the rope skull crusher counts as partial shoulder flexion. It is better than a pushdown for the long head and worse than a full overhead extension. If you run two triceps exercises, this pairs well with a pushdown; if you run only one and long head growth is the goal, a true overhead extension is the stronger pick.

Variations worth knowing

The EZ bar skull crusher is the classic free weight version, simple to set up and easy to load, though it offers almost no resistance in the fully stretched bottom position.

The overhead cable extension, standing with the arms fully overhead, puts the long head at its longest and is the version with the most direct evidence behind it.

The cable pushdown works the elbow with the arm by the side, which is the shortest long head position. It is a fine exercise and a poor substitute for overhead work.

The dumbbell skull crusher gives each arm an independent path, which suits shoulders and elbows that dislike a fixed bar.

The incline cable extension increases shoulder flexion further than a flat bench does, moving the exercise closer to a true overhead extension.

And the single arm cable extension lets the weaker side do its own work rather than being carried.

What the evidence says

Kholinne and colleagues examined the roles of the three heads of the triceps brachii in elbow extension and found they contribute differently depending on the position of the arm, which is the anatomical basis for choosing triceps exercises by shoulder angle.

Maeo and colleagues found triceps hypertrophy was substantially greater after elbow extension training performed with the arm overhead than in a neutral position, which is the single most useful finding in triceps training and the reason to prefer angled or overhead work over pushdowns.

Pedrosa and colleagues found partial range training carried out at long muscle lengths produced more favourable adaptations than the same partials at short lengths, supporting a deep bottom position on every rep.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which supports finishing every rep at full lockout as well as reaching the stretch.

Schoenfeld and colleagues found concentric and eccentric actions produce broadly similar hypertrophy when volume is equated, so the controlled descent is about position and joint comfort rather than a distinct growth stimulus.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together set the volume and effort targets.

Common questions

Is this better than an EZ bar skull crusher?

For most people, yes, and only because of the cable. A free bar gives you nothing at the bottom of the range, where the triceps is stretched, while the cable keeps tension there. The rope also lets the elbows and wrists find a comfortable line. Everything else about the two is the same.

Does this hit the long head like an overhead extension?

Partly. The low cable angles the upper arms back, which stretches the long head more than a pushdown does but less than a full overhead position. If you want the effect Maeo and colleagues reported, do an actual overhead extension and use this alongside it, not instead of it.

Why do my elbows hurt on skull crushers?

Usually load and speed. The exercise loads a deeply flexed elbow, so a weight chosen for ego plus a fast descent is a reliable way to irritate the joint. Drop the weight, lower over two to three seconds, and keep the elbows tracking in a fixed line.

Should I pull the rope apart at the top?

Yes, it is worth doing. Separating the rope ends at lockout gives you a firmer contraction and a more natural wrist position than trying to keep them together. It is a small detail, not a different exercise.

Do I need direct triceps work at all if I bench?

If size is the goal, yes. Pressing trains the triceps hard but keeps the shoulder in a position where the long head is not stretched, so a couple of extension movements a week fills a real gap. If you only care about pressing strength, the case is much weaker.
