Cable Incline Pushdown

A triceps pushdown done standing back from the pulley so the cable runs at an angle. The arms sit slightly forward, which loads the long head a little better than a vertical pushdown.

How to perform it

Standing back from a high pulley so the cable runs down at an angle, extend the elbows until the arms are straight, keeping the upper arms still.

  1. Set a pulley to the highest position and attach a rope or straight bar.
  2. Take the attachment and step back one or two paces.
  3. Set the feet in a small split stance for balance.
  4. Hinge slightly at the hips so the torso leans forward a little.
  5. Bring the upper arms alongside the ribs and hold them there.
  6. Brace the abs so the torso does not rock.
  7. Extend the elbows until the arms are completely straight.
  8. Pause for a beat at full extension without shrugging.
  9. Bend the elbows and let the forearms return well past ninety degrees.
  10. Control the return over about two to three seconds and repeat.

Common mistakes

Standing too close to the pulley

If the cable hangs vertically you are doing an ordinary pushdown. Step back until the angle is obvious.

Letting the upper arms drift

Moving the shoulder to help turns the movement into a poorly organised press.

Bouncing at the top of the return

Stopping at ninety degrees removes the part of the range where the triceps are longest.

Rocking the torso

Using bodyweight to drive the bar down means the load is too heavy for the arms alone.

Expecting overhead results

This is still a pushdown. The shoulder is not flexed enough to load the long head the way overhead work does.

Standard cable pushdown

Standing close to the pulley with the cable vertical, the simplest and most common version.

Rope pushdown

One arm with the palm up, which keeps the elbow tucked and suits sore joints.

What the cable incline pushdown actually trains

A cable incline pushdown is a triceps isolation exercise performed standing back from a high pulley so the cable runs down at an angle rather than vertically, extending the elbows against the resistance.

All three heads of the triceps brachii extend the elbow. Kholinne and colleagues examined the role of each head and found the medial head active throughout elbow extension, with the lateral head contributing strongly under higher demand and the long head's contribution depending on shoulder position. The anconeus assists at the end of extension.

The long head is the reason this variation exists. It is the only head that crosses the shoulder, so its length depends on where your upper arm is. In a normal pushdown the arm hangs beside the torso and the long head sits short. Step back from the pulley and lean forward slightly, and the upper arm ends up a little in front of the ribs, which lengthens it somewhat.

Somewhat is the operative word, and this is where the exercise gets oversold. Maeo and colleagues found that elbow extension trained with the arm overhead produced substantially greater triceps growth, particularly in the long head, than the same work performed with the arm at the side. That study is the strongest single finding in triceps training, and an incline pushdown does not capture it. A few degrees of shoulder flexion is not the same as a fully overhead position.

So be clear about what you are buying. The incline pushdown is a slightly better pushdown, with the arms marginally forward and the cable angle often more comfortable on the elbows and wrists. It is not a substitute for overhead extension work, and treating it as one is the most common mistake people make with it.

Setting up and executing

Set a pulley to the highest position and attach a rope or a straight bar.

Take the attachment and step back one or two paces, until the cable is clearly running at an angle rather than hanging straight down. If you cannot see the angle, you have not stepped back far enough.

Set the feet in a small split stance for balance and hinge slightly at the hips so the torso leans forward a little.

Bring the upper arms alongside your ribs and hold them there. Brace the abs so your torso does not rock.

Extend the elbows until the arms are completely straight, and pause for a beat without letting the shoulders shrug up.

Bend the elbows and let the forearms return well past ninety degrees, controlling the descent over two to three seconds.

The mistakes that cost you the most

Standing too close to the pulley is the fault that removes the point of the variation. If the cable is vertical you are doing an ordinary pushdown, which is fine, but then you should be honest that that is what you are doing.

Letting the upper arms drift is the standard pushdown error. Once the shoulder starts extending to help, the exercise becomes a poorly organised press and the load moves off the triceps. Pin the upper arms and let only the forearms move.

Bouncing at the top of the return, stopping at ninety degrees, removes the part of the range where the triceps are longest. Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, and on a pushdown the long position is at the top, not the bottom.

Rocking the torso to drive the bar down is a straightforward sign that the weight is too heavy for the arms alone.

Expecting overhead results is the conceptual mistake. Maeo and colleagues' finding applies to genuinely overhead elbow extension. A slight forward lean gets you a fraction of the way there and no further.

Sets, reps and rest by goal

Moderate to high reps. Pushdowns of any kind are not heavy lifts and pretending otherwise mostly annoys your elbows.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though triceps strength is better built with close-grip pressing. In a fat loss phase, three sets of fifteen to twenty with a minute.

Cables are ideal for intensity techniques here. Drop sets take one pin change, and because there is nothing above your head, failure is completely safe. Taking the last set to the point where the arms will not straighten costs nothing.

Roig and colleagues found eccentric training produced greater strength gains than concentric work, which is an argument for controlling the return rather than letting the stack yank your hands up.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Triceps already get substantial volume from your pressing, so direct work is a top-up rather than the main course. Six to ten hard direct sets a week is a reasonable range for most people.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so most sets can stay controlled and clean.

Where it fits in your split

Late in a push or arm session, after the pressing.

On push, pull and legs it comes after the bench and overhead work. On an upper and lower split it closes the upper session. On a bro split it works as a second or third triceps movement on arm day. On a full body programme it is optional and only worth including if arm size is a stated priority.

The bigger programming question is what it sits next to. If this is your only direct triceps exercise, you are training the long head in a shortened position and leaving the largest available stimulus untouched. Pair it with an overhead extension, a cable or dumbbell version, so that one movement covers the shoulder-flexed position and the other covers the arms-down position.

If you have to pick one direct triceps exercise, pick the overhead one. Pushdowns are the more popular choice because they are easy and comfortable, which are not the same as effective.

Twice a week is plenty.

Variations worth knowing

The standard cable pushdown, standing close with the cable vertical, is the simpler and more common version, and the difference between the two is small.

The rope pushdown lets the hands separate at lockout, which most people find more comfortable on the wrists than a straight bar.

The overhead cable extension uses the same station with the shoulder flexed, and it is the version that loads the long head properly.

The single arm reverse grip pushdown, palm facing up, keeps the elbow tucked and often suits joints that dislike a pronated grip.

The skull crusher is the free weight equivalent lying down, with the resistance heaviest when the elbows are bent.

And the close-grip bench press is the compound alternative, allowing far more load through the triceps than any pushdown variant.

What the evidence says

Kholinne and colleagues examined the different roles of the three triceps heads during elbow extension and found the medial head active throughout, with the lateral head recruited more as demand rises, which explains why pushdowns of any kind reliably train the elbow extensors even when they neglect the long head.

Maeo and colleagues found that elbow extension trained in an overhead arm position produced substantially greater triceps hypertrophy, particularly of the long head, than the same training performed with the arm at the side. This is the reason an incline pushdown should not be your only triceps exercise.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes compared with short length training, which supports letting the forearms return well past ninety degrees on every rep.

Vigotsky and colleagues cautioned against reading surface electromyography amplitudes as direct measures of growth, which is worth remembering when someone claims a particular attachment or cable angle activates a specific head by a specific percentage.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting a controlled two to three second return rather than a snapped one.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which for triceps has to be counted alongside all your pressing volume rather than in isolation.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, though on a cable there is no safety reason to hold back on the final set.

Common questions

How is this different from a normal pushdown?

You stand further back so the cable runs at an angle and your upper arms sit slightly in front of your ribs. That lengthens the long head a little and often feels better on the elbows. It is a refinement of the same exercise, not a different one.

Does it hit the long head?

Better than a vertical pushdown, and much worse than an overhead extension. Maeo and colleagues found overhead elbow extension produced substantially more long head growth than arm-at-side training, and a small forward lean does not close that gap.

How far back should I stand?

Far enough that the cable is visibly angled and your upper arms rest slightly forward of your torso, usually one or two paces. If you have to fight to stay upright, you have gone too far.

Rope or straight bar?

Whichever your wrists prefer. A rope lets the hands separate at lockout and suits most people; a straight bar is more stable and easier to load heavily. The muscle does not care much.

Should I do this and a regular pushdown?

No. They are near duplicates and doing both is a waste of a slot. Pick one pushdown variant, then add an overhead extension so the long head gets trained in a lengthened position.
