A push-up with a band across the back and under the hands. It gets harder as you press up, which is exactly where push-ups get easy.

How to perform it

In a push-up position with a resistance band across your upper back and the ends pinned under your hands, lower to the floor and press back up.

  1. Take a resistance band and hold an end in each hand.
  2. Loop it across your upper back, between the shoulder blades.
  3. Get into a push-up position with the ends pinned under your palms.
  4. Set the hands slightly wider than shoulder width.
  5. Squeeze the glutes and brace the abs so the body is one line.
  6. Lower your chest towards the floor with the elbows at about forty five degrees.
  7. Touch or come close to the floor.
  8. Press back up against the increasing band tension.
  9. Reach full extension without letting the hips sag or pike.
  10. Keep the descent controlled rather than dropping.

Common mistakes

Band across the neck

It belongs across the upper back between the shoulder blades. Higher is uncomfortable and unnecessary.

Band slipping out

If it is not pinned firmly under the palms it will escape mid set. Set it properly before you start.

Hips sagging

The band pulls you down and the midsection has to resist it. Squeeze the glutes and brace.

Cutting the top short

The band is hardest at lockout, which is exactly the range you are here to load. Finish every rep.

Using a band that is far too strong

If you cannot reach the top, the resistance curve is working against you rather than for you.

What banded push-ups actually train

A banded push-up is a standard push-up with a resistance band running across your upper back and the ends pinned under your hands, so the band stretches as you press up.

The pectoralis major, triceps and anterior deltoid do the pressing. The abs and glutes hold the body in a line, and the band's downward pull increases that demand.

The reason to add a band rather than a plate comes down to the resistance curve. A push-up is hardest at the bottom, where the chest is stretched and the leverage is worst, and easiest near lockout, where the arms are almost straight. So the top portion of every push-up you have ever done has been close to a rest.

A band pulls harder the more it stretches. At the bottom of the rep it is slack and adds little, and at the top it is stretched and adds most. That is precisely inverted from the push-up's natural strength curve, so the two combine into something that is challenging throughout rather than only at the bottom.

This is the same principle behind banded bench pressing, and it is the main practical answer to the problem of push-ups becoming too easy when you have no weights.

It is also a genuinely portable answer. A band weighs nothing, costs little and turns a floor into a chest workout, which is more than can be said for most equipment.

The limitation is that the band's tension is not a number you can track precisely, so progression is coarser than adding two and a half kilos to a bar.

Setting up and executing

Take a resistance band and hold an end in each hand. Loop it across your upper back, between the shoulder blades, not across the neck.

Get into a push-up position with the ends pinned firmly under your palms so they cannot slip. Hands slightly wider than shoulder width.

Squeeze the glutes and brace the abs so the body forms one line from head to heels.

Lower your chest towards the floor with the elbows at about forty five degrees from the torso, touching or coming close.

Press back up against the increasing band tension, reaching full extension without letting the hips sag or pike.

Keep the descent controlled rather than dropping, and remember that the band offers less help on the way down than you might expect.

The mistakes that cost you the most

Band across the neck rather than the upper back is uncomfortable and serves no purpose. It sits between the shoulder blades.

Band slipping out mid set is the practical failure mode, and it happens when the ends are not properly pinned under the palms. Set it before you start and check the tension is even on both sides.

Hips sagging is the standard push-up fault made worse here, because the band adds downward pull at exactly the point where fatigue arrives. Research on core stability during pressing shows the trunk works to resist exactly this kind of load, so treat the brace as part of the exercise rather than a detail.

Cutting the top short throws away the reason for the band. The last few inches are where the band's tension peaks and where the push-up would otherwise be easiest. Finish every rep.

And using a band that is far too strong stops you reaching lockout at all, which means you get a harder bottom half and no top half. Start lighter than you think.

Sets, reps and rest by goal

For muscle gain, three sets of eight to fifteen with about ninety seconds of rest. For strength work, three sets of six to twelve with two minutes, using a heavier band. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds and a lighter band.

Control the descent to two or three seconds. Roig and colleagues found eccentric training produced greater strength gains than concentric, and the band contributes less on the way down, so the eccentric is closer to a normal push-up than the concentric is.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume like any other press. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, though push-ups are safe enough to take further than most exercises.

Progress by moving to a stronger band, doubling a band over, elevating the feet, or slowing the tempo. Research on load modality suggests that when effort is equated, the tool matters less than the effort, so a hard set of banded push-ups counts.

Where it fits in your split

As a press or a finisher in a chest or push session.

On push, pull and legs it goes on push day, either as a pressing movement in its own right or at the end to accumulate volume. On a bro split it usually comes at the end of chest day. On an upper and lower split it is a horizontal press. On a full body programme it is excellent, because the entire equipment requirement is a band and a floor.

For home training it is close to essential. The most common problem with bodyweight chest training is that push-ups eventually stop being hard, and adding reps past twenty five turns a strength exercise into an endurance one. A band restores the difficulty without needing a rack, a bench or a set of plates.

In a fully equipped gym the case is weaker but not absent. As a finisher after heavy pressing, it accumulates chest volume with almost no joint stress and no setup.

Two or three times a week is fine, since the loading is modest.

Variations worth knowing

Standard push-ups are the unloaded starting point, and the version to master before adding anything.

Weighted push-ups with a plate on the back load the whole range evenly rather than emphasising the top, which is the opposite trade and requires someone to place the plate.

Banded bench pressing applies the same accommodating resistance idea to a barbell, which is where the technique originated.

Decline push-ups with the feet elevated bias the upper chest and combine with a band perfectly well.

Deficit push-ups, with the hands on blocks, deepen the stretch at the bottom, which is the part of the range the band does not load.

And ring push-ups progress difficulty through instability rather than resistance, which is a different and complementary path.

What the evidence says

Research on accommodating resistance shows that adding elastic tension changes the resistance curve of a pressing movement, increasing load towards the end of the range where leverage improves. That is the mechanical basis for banded push-ups.

Research comparing training modalities finds that when effort is equated, different loading tools produce broadly similar hypertrophy, which supports treating hard banded push-ups as genuine chest training rather than a fallback.

Studies on trunk muscle activity during pressing and plank type positions show the midsection works significantly to resist sagging, which is why the brace matters and why push-up variations carry a real core demand.

Pallares and colleagues found full range training beat partial range training, supporting a full descent and a complete lockout.

Roig and colleagues found eccentric training produced greater strength gains than concentric, supporting a controlled descent.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Why use a band instead of a weight plate?

Because the band's resistance rises as you press up, and a push-up gets easier as you press up. The two curves cancel out, so the movement is hard throughout instead of only at the bottom. A plate loads everything evenly, which is also useful but needs someone to place it on your back.

Which band strength should I start with?

A lighter one than you expect. The tension at full lockout is much higher than it feels when you first set up, and a band that stops you reaching the top costs you the range you added it for. Move up once you can complete fifteen clean reps.

Where exactly does the band go?

Across the upper back, between the shoulder blades, with the ends pinned under your palms. Not across the neck, and not down at the lower back where it will slide. Check both sides have equal tension before your first rep.

Can I build a chest with these alone?

More than most people assume. With a strong enough band, elevated feet and controlled tempo, banded push-ups produce a genuinely hard set in the eight to fifteen rep range, which is productive territory. What you cannot easily do is load the stretched position heavily, so add deficit push-ups or ring flyes if a floor and a band is all you have.

Do they work my core?

Yes, more than a standard push-up. The band pulls your midsection down towards the floor, and holding a straight line against that pull is real work for the abs and glutes. That is a side benefit rather than a reason to choose them.
