Incline Push-Ups

A push-up with your hands raised, which is how almost everyone should start. Infinitely adjustable, and far better than knee push-ups for getting to the real thing.

How to perform it

With your hands on a raised surface and your body straight, lower your chest to it then press back up.

  1. Find a stable raised surface such as a bench, a box, a rail or a kitchen counter.
  2. Place your hands on it slightly wider than shoulder width, fingers pointing forward.
  3. Walk your feet back until your body forms a straight line from head to heels.
  4. Squeeze the glutes and brace the abs to lock that line in place.
  5. Set the shoulder blades so they are neither shrugged up nor pinched hard together.
  6. Lower your chest towards the surface by bending the elbows to around forty five degrees.
  7. Keep the hips level with the shoulders rather than letting them sag or pike up.
  8. Descend until your chest is close to or lightly touching the surface.
  9. Press back up by driving through the palms until the arms are extended.
  10. Stop just short of locking the elbows hard, then lower again.

Common mistakes

Sagging hips

Letting the hips drop turns a full body exercise into an arms-only one and loads the lower back. Squeeze the glutes before each set and end it when the line breaks.

Piking the hips up

Raising the hips shortens the range and shifts the load towards the shoulders. Your body should be a plank, not a tent.

Dipping the head instead of the chest

Nodding towards the surface makes the rep look complete while the chest travels half the distance. The chest should reach the surface.

Flaring the elbows wide

Elbows straight out to the sides put the shoulder in a poor position and it is no more effective. Around forty five degrees to the torso is the target.

Staying at the same height forever

The whole point of an incline is that it is adjustable. If you can do twenty clean reps, lower your hands rather than adding more reps.

Variations and swaps

Wall push-up

Hands on a wall, the easiest version of all. A genuine starting point for anyone rebuilding strength.

Counter or rail push-up

A waist height surface. The typical middle rung on the way down to the floor.

Bench push-up

Hands on a standard gym bench, which is close to floor difficulty. The last step before full push-ups.

Standard push-up

Hands on the floor. The destination, and where most programmes assume you already are.

Decline push-up

Feet elevated instead of hands, which is harder than the floor version and emphasises the upper chest.

Ring push-up

Hands on gymnastic rings at any height, which adds a large stability demand at whatever difficulty you set.

What incline push-ups actually train

An incline push-up is a push-up performed with the hands raised above the feet. The chest, triceps, front delts and the whole trunk work, exactly as they do in a floor push-up.

Raising the hands reduces the proportion of your bodyweight that your arms have to move. At a wall the load is very light. At a waist height rail it is moderate. At a low bench it is nearly the same as the floor. That produces a continuously adjustable exercise, which is unusual in bodyweight training and extremely useful.

This is why the incline push-up is a better regression than the knee push-up, which is the more commonly recommended one. A knee push-up removes the trunk from the exercise. Your hips are supported, the plank position disappears, and you end up training a shortened version of the movement with a different body position.

An incline push-up keeps the whole pattern intact. The straight line from head to heels, the trunk holding position, the same elbow path. Only the load changes. That means the strength you build transfers directly, and progressing is a matter of lowering your hands rather than switching exercises.

It also has an advantage nobody mentions: you can do it almost anywhere. A kitchen counter, a park bench, a stair rail, a desk.

Setting up and executing

Find a stable raised surface. A bench, a box, a rail, a counter. Check that it will not slide.

Place your hands on it slightly wider than shoulder width with the fingers pointing forward. Walk your feet back until your body forms a straight line from head to heels.

Squeeze the glutes and brace the abs. That squeeze is what holds the line, and it is the difference between a push-up and an arms-only movement.

Lower your chest towards the surface, keeping the elbows at around forty five degrees to your torso rather than flared straight out. Descend until your chest is close to or lightly touching the surface.

Press back up by driving through the palms, and stop just short of locking the elbows hard.

Keep the hips level throughout. If they start to sag, the set is over.

The mistakes that cost you the most

Sagging hips is the defining fault of every push-up variation. The hips drop, the trunk stops working and the lower back takes a position it does not want under load. Squeeze the glutes before every set and stop when the line goes rather than when the arms give out.

Piking the hips up is the opposite error and is usually a way of avoiding the hard part. It shortens the range and moves work to the shoulders. Plank, not tent.

Dipping the head instead of the chest is the fault that makes reps look done when they are not. Nodding forward covers the last stretch of distance without the chest travelling. Touch the surface with your chest.

Flaring the elbows wide puts the shoulder in a position it tolerates poorly and gains you nothing. Kolber and colleagues, reviewing resistance training shoulder injuries, describe the positions most often implicated, and wide-flared pressing appears repeatedly. Around forty five degrees.

And staying at the same height forever wastes the exercise's main feature. It is adjustable. Use that.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to fifteen at a height that makes that range genuinely hard, with ninety seconds of rest. For strength work, three to four sets of six to twelve at a low surface, with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

The progression rule is the whole point. When you can do fifteen to twenty clean reps at a given height, move to a lower surface. Wall, counter, rail, bench, floor. Each step drops your reps, which is what progress looks like.

What you should not do is accumulate reps at a comfortable height. Forty wall push-ups is an endurance test, not a step towards a floor push-up.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and bodyweight work counts the same as loaded work provided the sets are hard. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going to failure, and on push-ups the practical stopping point is when the hips begin to drop.

Where it fits in your split

Wherever pressing belongs, and it fits several roles.

As a main pressing movement for a beginner or anyone training at home. As a warm-up before heavier pressing, where two light sets prepare the shoulders well. As a high rep finisher at the end of a push session.

On push, pull and legs it goes on push day. On a full body programme it is one of the most efficient exercises available, needing no equipment and scaling to any level.

It also pairs naturally with an incline row or an inverted row, giving you a complete push and pull session with nothing but a bench and a bar.

The one thing it should not be is permanent. The incline is a step on a path towards floor push-ups and beyond, and the path is the point.

Variations worth knowing

The wall push-up is the easiest version and a genuine starting point for anyone rebuilding strength after illness, injury or a long break.

A counter or rail at waist height is the typical middle rung, and often where people spend the longest.

A standard gym bench is close to floor difficulty and is the last step before full push-ups.

The floor push-up is the destination, and most programmes assume you are already there, which is exactly why the incline version deserves more attention than it gets.

The decline push-up reverses the setup, elevating the feet instead of the hands, which makes it harder than the floor version and shifts emphasis towards the upper chest.

And ring push-ups can be set at any height, which combines the adjustability of an incline with a substantial stability demand.

What the evidence says

There is a straightforward mechanical basis for the incline. Raising the hands reduces the share of bodyweight the arms support, which is why the same exercise becomes progressively harder as the surface lowers. That is geometry rather than a research finding, and it is the reason the progression works.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the general point that pressing angle changes the demand.

Pallares and colleagues found full range training generally produced better adaptations than partial range training, which is the argument for bringing the chest to the surface rather than doing short reps at a lower height.

Hibbs and colleagues reviewed core training and its role in performance, which is relevant because holding the plank position is a real part of what a push-up trains and is the first thing to fail.

Kolber and colleagues on resistance training shoulder injuries supports the elbow position advice, and Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Are incline push-ups better than knee push-ups?

Yes, for almost everyone. A knee push-up removes the trunk from the exercise and changes the body position, so what you build does not transfer cleanly to a floor push-up. An incline push-up keeps the entire pattern and only reduces the load, which means progress is a matter of lowering your hands until you are on the floor.

How high should my hands be?

At whatever height makes eight to fifteen reps genuinely difficult with a straight body line. That is different for everyone and it changes as you get stronger. Start higher than you think, get the position right, and lower it as soon as the reps become comfortable.

How do I progress to a full push-up?

Lower the surface in steps. Wall, then a counter, then a rail, then a bench, then a low box, then the floor. Each drop should cost you several reps. When you can do fifteen clean reps at one height, move down. Most people get there faster than they expect once they stop doing knee push-ups.

Do they build as much chest as normal push-ups?

At a matched difficulty, yes. What matters for the muscle is how hard the set is, not how high your hands are. A set of ten hard incline push-ups is a better stimulus than a set of three ugly floor push-ups. The floor version is not magic, it is just a fixed difficulty that happens to suit some people.

How many should I be doing?

Enough that eight to fifteen is hard at your chosen height, three or four sets, two or three times a week. If you are doing thirty at a time, the answer is not more reps, it is a lower surface. Rep count is a symptom of difficulty rather than a target in itself.
