How to perform it
From a forearm plank, press up onto one hand and then the other into a push-up position, then lower back onto the forearms one arm at a time.
- Set up in a forearm plank with the elbows under the shoulders.
- Take the feet wider than hip width for stability.
- Squeeze the glutes and brace the abs so the body is a straight line.
- Place one hand flat on the floor directly under that shoulder.
- Press through that hand and place the second hand down.
- Finish in a push-up position with the arms straight.
- Keep the hips level throughout rather than twisting.
- Lower the first elbow back to the floor.
- Lower the second elbow to return to the forearm plank.
- Lead with the other arm on the next rep.

Common mistakes
Hips swinging side to side
Rotating the hips lets the obliques off the hook, which is the main thing this drill trains. Keep them level.
Feet too close together
A narrow base makes the rotation almost impossible to resist. Widen the stance until you can stay square.
Hands drifting outwards
Placing the hand wide of the shoulder makes the press awkward and loads the shoulder joint at a poor angle.
Always leading with the same arm
One side gets all the work and the other gets none. Alternate every rep.
Treating it as a shoulder builder
The shoulders assist but never take a heavy load. Use a pike push-up if the goal is shoulder size.

What the plank to push-up actually trains
A plank to push-up is a movement in which you start in a forearm plank and press up to a full push-up position one arm at a time, then lower back down one arm at a time.
It is filed under shoulders in most exercise libraries, including this one, and that classification is generous. The muscles doing the most work are the abs and obliques, which resist the rotation your body wants to produce every time one arm leaves the floor, and the triceps, which extend each elbow to lift you.
The deltoids are involved, because you support part of your bodyweight on your arms through a change in shoulder angle. But they never take a heavy load in a direction that builds them. There is no overhead press here, no lateral abduction and no meaningful stretch under load.
So be clear about what this is. It is a conditioning drill. It builds the ability to stabilise your torso while your limbs move independently, and it makes your triceps work under a moderate load for a lot of reps.
Escamilla and colleagues examined a wide set of abdominal exercises and found the demand varies enormously between them, and that many of the ones people assume are core exercises are modest by comparison with the harder options.
McGill's work on core training describes the value of exercises that teach the trunk to stay stiff while the arms and legs move, which is precisely the quality this drill develops. That is its case, and it is a decent one, just not the one implied by its filing under shoulders.
Setting up and executing
Set up in a forearm plank with the elbows under the shoulders.
Take the feet wider than hip width. A wide base is what makes staying square possible, and almost everyone starts too narrow.
Squeeze the glutes and brace the abs so the body forms a straight line from head to heels.
Place one hand flat on the floor directly under that shoulder, press through it, and place the second hand down so you finish in a push-up position with straight arms.
Keep the hips level the whole way. The instruction that works for most people is to imagine balancing a glass of water on your lower back.
Lower the first elbow back to the floor, then the second, to return to the forearm plank. Lead with the other arm on the next rep.
The mistakes that cost you the most
Hips swinging side to side removes the point of the exercise. Every time you lift one hand your body wants to rotate, and resisting that is what the obliques are being asked to do. If the hips swing, they are not doing it. Slow down until you can keep them level.
Feet too close together makes that almost impossible. A narrow stance gives you a tiny base and no leverage to resist rotation. Widen until you can stay square, then narrow over weeks if you want more difficulty.
Hands drifting outwards is a technical error with a joint cost. The supporting hand should land under the shoulder, not out to the side. Kolber and colleagues flagged shoulder positions worth handling carefully in resistance training, and a wide, unstable hand position under bodyweight is not one worth spending reps in.
Always leading with the same arm gives one side all the work. Alternate every rep, or do equal sets on each lead.
And treating it as a shoulder builder is the mistake that matters most for your programming. If your shoulders are the goal, this is not the exercise, and doing more of it will not change that.
Sets, reps and rest by goal
Programme it as core and conditioning work, because that is what it delivers.
For muscle gain, three sets of ten to sixteen total reps with a minute rest, placed at the end of a session. For strength, three sets of eight to twelve slower, more deliberate reps with ninety seconds. In a fat loss phase, three sets of sixteen to twenty four with forty five seconds, where the higher rep count fits the conditioning role.
Progress by slowing down rather than speeding up. A rep that takes four seconds with square hips is worth several rushed ones. Once it becomes easy, narrow the feet, add a shoulder tap at the top, or hold the top position briefly. Adding reps beyond about twenty five stops teaching anything.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but that applies to sets taken close to failure with meaningful load. Counting these towards weekly shoulder volume would flatter your programme rather than describe it.
If you want the core work and nothing else, the ab wheel rollout is harder and more direct. Marchetti and colleagues found substantial abdominal demand during rollouts across shoulder angles, which is a more efficient route to the same quality.
Where it fits in your split
At the end of a session, as core or conditioning work.
On push, pull and legs it belongs at the end of push day. On a bro split it fits on abs day or as a finisher on shoulder day. On an upper and lower split it goes at the end of an upper session. On a full body programme it works as a finisher or as part of a warm-up.
In a bodyweight push, pull and legs it earns a place as accessory work alongside the pressing rather than replacing any of it. The pike push-up does the shoulder work; this fills in the trunk and adds triceps volume.
It is also a reasonable warm-up before pressing, since it moves the shoulders through a range and switches on the trunk without fatiguing anything.
What it should not do is occupy a slot reserved for a hard pressing movement. If you have twenty minutes and shoulders are the goal, spend them on pike push-ups.
Twice a week is plenty, and once a week is fine.
Variations worth knowing
Adding a shoulder tap at the top raises the anti-rotation demand considerably, because you are then supporting yourself on two limbs rather than three.
The elevated version, with the hands on a bench, reduces the difficulty and makes it easier to keep the hips square, which makes it the right starting point for most people.
Doing all the reps with one lead arm before switching loads each side harder and exposes side to side differences that alternating hides.
The ab wheel rollout is the more demanding anti-extension core exercise, with no pretence of being a shoulder movement.
The pike push-up is what to use instead if you actually want shoulder development from a bodyweight movement.
And the ordinary push-up is the movement this drill borrows its top position from, and a better use of your time for chest and triceps.
What the evidence says
Escamilla and colleagues analysed a wide range of common and commercial abdominal exercises and found that the abdominal demand varies substantially between them, which supports treating this drill as a moderate core exercise rather than a hard one.
Escamilla and colleagues also compared traditional and non traditional abdominal exercises and found the position of the limbs relative to the trunk changes the demand considerably, which is why widening the feet makes this easier.
Marchetti and colleagues examined ab wheel rollouts at different shoulder angles and found high abdominal activation throughout, which is the basis for suggesting the rollout when core strength is the actual goal.
McGill's work on core training describes the value of exercises that train the trunk to remain stiff while the limbs move, which is the clearest description of what this drill is for.
Research on the triceps heads confirms the elbow extension demand in pressing from the floor, which is why the triceps are a legitimate target here even though the shoulders are not.
Sakoma and colleagues described the functional segments of the deltoid, and the relevant point is that none of them are loaded heavily in a movement that never presses overhead or out to the side.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is worth remembering when deciding whether these reps count towards your training volume. Mostly they do not.
Common questions
Is the plank to push-up a shoulder exercise?
Not really. It is filed under shoulders because the shoulders support your bodyweight and change angle, but the muscles doing the work are the abs, obliques and triceps. If shoulder size is the goal, a pike push-up will do far more.
How is it different from a plank?
A plank is a static hold that trains resistance to extension. This adds an anti-rotation demand, because lifting one hand at a time makes your body want to twist, and it adds a real triceps contribution. It is a harder, more dynamic relative rather than a different category of exercise.
Why do my hips swing?
Because your feet are too close together and you are moving too fast. Widen your stance until you can keep the hips level, then slow each rep down. The swing is the exercise failing, not a style choice.
Should I count these towards my shoulder sets?
No. Count them as core work. The shoulders are never loaded heavily enough in a growth producing direction for these sets to contribute meaningfully to shoulder volume.
What should I do instead?
If you want shoulders, pike push-ups. If you want core, the ab wheel rollout or a hard plank variation. This drill is worth keeping as a warm-up or a finisher, and it is a poor use of a main exercise slot.
