One-Arm Dumbbell Row

How to perform it

Brace one hand and knee on a bench, then row a dumbbell to your hip by driving the elbow up and back.

  1. Place one knee and one hand on a bench.
  2. Set the other foot on the floor with the leg fairly straight.
  3. Take a dumbbell in the free hand.
  4. Set the torso roughly parallel to the floor with a flat back.
  5. Let the arm hang and the shoulder reach towards the floor.
  6. Brace the abs before the first pull.
  7. Drive the elbow up and back towards your hip.
  8. Finish with the dumbbell beside your hip and the shoulder blade back.
  9. Pause for a beat at the top.
  10. Lower over about three seconds to a full stretch and repeat.

Common mistakes

Pulling to the chest

A high pull path shortens the range and shifts the work to the rear deltoid. The dumbbell finishes at the hip.

Cutting the stretch short

Not letting the shoulder blade travel forward at the bottom removes the longest position of the lat.

Rotating the whole torso

Twisting through each rep to move a heavier dumbbell turns this into a different exercise.

Torso too upright

If your chest is high, the resistance direction no longer matches the pull. Get parallel to the floor.

Yanking the first rep

Starting with a jerk loads the shoulder in the stretched position abruptly. Pull, do not snatch.

What the one-arm dumbbell row actually trains

A one-arm dumbbell row is a horizontal pulling movement performed with one hand and knee braced on a bench, rowing a dumbbell from a hanging position up to the side of your hip.

The latissimus dorsi and teres major do most of the work, bringing the upper arm back and down. The rhomboids and middle trapezius retract the shoulder blade, the posterior deltoid assists, the biceps flex the elbow, and the forearms grip.

If you were only allowed one rowing exercise, this would be a defensible choice, for three reasons that have nothing to do with anything exotic.

The first is range. With one arm free and the body supported, the shoulder can reach a long way forward at the bottom and travel a long way back at the top. A barbell stops at your torso; a dumbbell can pass it.

The second is the lower back. Fenwick and colleagues compared rowing variations and found supported versions impose substantially lower lumbar loads than bent over ones, so you can add volume here without adding spinal fatigue.

The third is asymmetry. Working one side at a time makes side to side differences impossible to hide, which a barbell row conceals completely.

What it is not is a fundamentally different stimulus from other rows. Lehman and colleagues measured activation across latissimus dorsi exercises and found that grip and position changes alter the pattern much less than training culture assumes. Every row trains the same muscles. This one just happens to be convenient, comfortable and generous with range.

Setting up and executing

Place one knee and the same side hand on a bench, and set the other foot on the floor with the leg fairly straight. If you are tall, or the bench is low, keeping both feet on the floor and only the hand on the bench often feels better.

Take a dumbbell in the free hand. Set the torso roughly parallel to the floor with a flat back. If your chest is high, the direction the dumbbell pulls no longer matches the direction you are pulling.

Let the arm hang and allow the shoulder to reach towards the floor. The shoulder blade should travel forward at the bottom.

Brace the abs, then drive the elbow up and back towards your hip. Finish with the dumbbell beside your hip and the shoulder blade pulled back, and pause for a beat.

Lower over about three seconds back to a full stretch, and start the next rep smoothly rather than snatching it.

The mistakes that cost you the most

Pulling to the chest is the most common error and the most costly. It shortens the range, moves the work to the posterior deltoid, and stops the latissimus dorsi finishing its job of bringing the arm down and back. The dumbbell finishes at the hip, not the ribs.

Cutting the stretch short is the mirror image. Locking the shoulder blade in place at the bottom removes the longest position of the muscle. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and here the bottom half is where you gain the range.

Rotating the whole torso to move a heavier dumbbell is fine if you are deliberately doing a Kroc row and not fine if you are trying to train the lat under control. A small amount of rotation is natural; a set that looks like a fishing motion is a different exercise.

A torso set too upright is usually a symptom of the bench being too high or the dumbbell being too heavy. Get parallel.

And yanking the first rep loads the shoulder abruptly in its most stretched position. Take the slack out and pull.

Sets, reps and rest by goal

This tolerates volume well because the lower back is not the limiter.

For muscle gain, four sets of eight to twelve per arm with ninety seconds rest. For strength, four sets of six to eight with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.

Rest between arms rather than counting the second arm as your rest, or the second side is always trained more fatigued.

Start each session with your weaker side and match the reps on the stronger one.

Progress by weight where you can, though dumbbell jumps are large. Adding reps at a weight until you can do the top of your range on every set, then moving up, is the practical method.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this is a good movement for adding back volume because it costs you so little in spinal fatigue.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, which is worth applying because the last rep of a hard dumbbell row is the one where the torso starts twisting.

Where it fits in your split

Second in a pull or back session, after the barbell work.

On push, pull and legs it follows the heavy rowing or pulldowns on pull day. On a bro split it comes after the heavy work on back day. On an upper and lower split it can serve as the main row. On a full body programme it is an excellent default, since it needs nothing but a bench and one dumbbell.

The strongest case for putting it earlier is if your lower back is a recurring limiter. It gives you most of what a barbell row gives you and asks much less of your spine, so as a main horizontal pull it is legitimate rather than a compromise.

The research does not support treating one arm work as inherently superior. Choose the single arm version because it suits the exercise, not because one side at a time is supposed to be better.

Variations worth knowing

The Kroc row is the same movement done very heavy and loose for high reps, aimed at grip and total pulling strength rather than controlled tension.

A chest supported single arm row puts a bench under your torso, removing the lower back and the balance demand entirely, which is the best choice if you want to add volume cheaply.

The Meadows row uses a landmine and a staggered stance, changing the resistance angle through the pull and suiting some shoulders better.

Bracing only your hand on the bench with both feet on the floor is often more comfortable for taller lifters and gives a slightly longer range.

A single arm cable row provides constant tension and lets you set the pulling angle precisely, which a dumbbell cannot do.

And a two dumbbell bent over row does both sides at once, halving the time cost but returning the lower back demand you avoided.

What the evidence says

Fenwick and colleagues compared rowing exercises for trunk muscle activation and lumbar spine load and found supported rowing variations reduce spinal demand considerably compared with bent over ones, which is the main practical argument for bracing on a bench.

Lehman and colleagues measured activation across common latissimus dorsi exercises and found that changes in grip and body position alter the activation pattern far less than most exercise advice implies, which is why row variants overlap so heavily.

Liao and colleagues reviewed unilateral versus bilateral resistance training and found comparable effects on strength, jump and speed measures, so the single arm format should be chosen for practical reasons rather than an assumed advantage.

Speirs and colleagues compared unilateral and bilateral squat training in rugby players and reached similar conclusions, reinforcing that one side at a time is a tool rather than an upgrade.

Pallares and colleagues found full range training outperformed partial range training, which supports letting the shoulder reach forward at the bottom of each rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together support using this movement to accumulate volume without training to breakdown.

Common questions

Should I pull to the hip or the chest?

To the hip. The latissimus dorsi brings the upper arm down and back, so a pull path that finishes low keeps it working through the full range. Pulling high to the chest shortens the movement and hands the work to the rear deltoid.

Knee on the bench or both feet on the floor?

Whichever gives you a flat back and a torso parallel to the floor. Taller lifters often find the knee on the bench cramped and prefer bracing only the hand with both feet down. Neither is more correct.

How much torso rotation is acceptable?

A small amount, following the pull. If you are deliberately rotating to move a heavier dumbbell you are doing a Kroc row, which is a legitimate exercise with a different purpose. Decide which one you are doing before the set rather than during it.

Is this better than a barbell row?

Not better, more convenient. It gives a longer range and much less lower back fatigue, while a barbell row loads more total weight and takes half the time. Most people are best served doing one of each across a week.

Why is one side so much weaker?

Because it usually is, and a barbell hides it. Train the weaker side first, match its reps on the stronger side, and rest properly between arms. That closes most gaps over a few months without needing extra sets.
