How to perform it
Brace one hand on a bench and row a very heavy dumbbell for high reps, allowing the torso to rotate and the hips to help.
- Place one hand on a bench and stagger your feet behind you.
- Take a heavy dumbbell in the free hand.
- Brace the abs and set the lower back flat.
- Let the dumbbell hang with the shoulder reaching towards the floor.
- Pull the elbow up and back towards your hip.
- Allow the torso to rotate slightly with the pull.
- Bring the dumbbell to the side of your hip.
- Lower it under control until the shoulder stretches again.
- Keep the reps continuous rather than resetting each time.
- Stop the set when the lower back position starts to change.

Common mistakes
Confusing loose with careless
Torso rotation is intended; a rounding, twisting lower back is not. The lumbar position stays set.
Skipping straps
If your grip fails at rep eight the back never gets trained. Use straps once the weight is genuinely heavy.
Pulling to the chest
The dumbbell travels to the hip. Pulling high turns it into a rear deltoid movement with less range.
Treating it as a strict row
Doing this with pristine form defeats the purpose. If you want strict, do a one-arm dumbbell row instead.
Doing it every session
The systemic and lower back cost is high. Once a week is enough.

What the Kroc row actually trains
A Kroc row is a very heavy single arm dumbbell row performed for high repetitions, with deliberate torso rotation and hip drive used to move a load far beyond what a strict row allows.
The latissimus dorsi and teres major do the pulling, the middle trapezius and rhomboids retract the shoulder blade, the biceps flex the elbow, and the forearm flexors hold onto a dumbbell that is trying to leave your hand. The obliques and erector spinae work continuously to control the rotation you are allowing.
The interesting part is that the looseness is the exercise, not a flaw in it.
Most rowing variations are designed to remove momentum. This one deliberately keeps it, because the goal is not to isolate the lats through a clean range; it is to move a very heavy weight for a lot of reps and let the back, arms and grip deal with the consequences. The body english is what makes the load possible.
That gives it two genuine uses. The first is grip strength. A set of twenty reps with a dumbbell you can barely hold is one of the best grip challenges available in a normal gym, which is why powerlifters adopted it.
The second is upper back work under loads you cannot otherwise achieve. Whether that produces more growth than strict rowing is unclear, and nobody has tested it directly.
What it is not is a precision hypertrophy tool. If you want controlled tension on the latissimus dorsi, a chest supported row does that better.
Setting up and executing
Place one hand on a bench and stagger your feet behind you, far enough back that your torso is roughly parallel to the floor and you feel stable.
Take a heavy dumbbell in the free hand. Brace the abs and set the lower back flat before the first rep. That position is the one non-negotiable part of the movement.
Let the dumbbell hang with the shoulder reaching down towards the floor. Allow the shoulder blade to travel forward at the bottom; that is range, not sloppiness.
Pull the elbow up and back towards your hip, allowing the torso to rotate slightly with the pull. Bring the dumbbell to the side of your hip rather than up to your chest.
Lower it under control until the shoulder stretches again, and go straight into the next rep. These are continuous, not reset.
Stop the set when your lower back position starts to change rather than when the dumbbell stops moving.
The mistakes that cost you the most
Confusing loose with careless is the mistake that gets people hurt. Rotating through the thoracic spine and driving with the hip is intended. Letting the lumbar spine round and twist under a heavy load is not. Cholewicki and colleagues measured lumbar loads during heavy lifting and found compressive forces reaching very high magnitudes, and a flexed, rotating lumbar spine is the worst configuration to accept them in.
Skipping straps is self-defeating once the weight gets serious. If your hand opens at rep eight, your back finished the set early. Use straps when you want the back trained and go strapless deliberately when you want the grip trained; do not let the choice happen by accident.
Pulling to the chest shortens the range and turns the movement into rear deltoid work. The dumbbell goes to the hip.
Treating it as a strict row misunderstands the point. If you want strict, do a one-arm dumbbell row; it is a better exercise for that purpose.
And doing it every session ignores the cost. This is fatiguing systemically and locally, and once a week gets you everything it has to offer.
Sets, reps and rest by goal
High reps, heavy weight, long rest.
For muscle gain, three sets of fifteen to twenty five per arm with two minutes rest. For strength, three sets of ten to twenty with three minutes. In a fat loss phase, three sets of fifteen to twenty five with ninety seconds.
Those rep ranges look wrong next to the word heavy, and that is the character of the exercise. It was built around one very hard set of twenty or more.
A practical structure is two lighter build-up sets and one all out set per arm.
Progress by weight. When you get twenty five clean reps, go up a dumbbell and start again in the teens.
Fenwick and colleagues found bent over rowing variations impose substantially higher lumbar demand than supported ones, which is the reason to keep the frequency low.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the sets here are expensive, so treat them as a few high value sets rather than a way to accumulate volume.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going to failure, and here the correct stopping cue is positional: end the set when your lower back starts to move, not when your arm gives out.
Where it fits in your split
Middle of a pull or back session, after the barbell rowing and before the isolation work.
On push, pull and legs it follows the heavy barbell work on pull day. On a bro split it sits in the middle of back day. On an upper and lower split it appears once a week in an upper session. On a full body programme it is usable, though it eats into what you have left for the rest of the day.
It should not go first. Doing it fresh tempts you into weights your lower back cannot support for twenty reps, and it fatigues your grip for everything that follows. It should also not go on the same day as heavy deadlifting.
The unilateral element is worth a word. Liao and colleagues reviewed unilateral versus bilateral training and found broadly comparable outcomes, so the one arm format is not magic. What it gives you is an obvious readout on side to side differences.
Variations worth knowing
The one-arm dumbbell row is the strict cousin, lighter and controlled, and the better choice if you want clean tension on the lats.
The Meadows row uses a landmine setup from a staggered stance, giving a different resistance angle and a slightly more comfortable path for some shoulders.
A chest supported single arm row removes the lower back entirely, which cuts the fatigue cost sharply at the price of the load you can use.
A machine single arm row offers a fixed path and a chest pad, and is the safest way to train this pattern heavily.
A Kroc row with a thick handle turns the set into grip training as much as back training, which is a legitimate goal in itself.
And the seal row is the direct opposite of this exercise: face down, fully supported, no momentum available anywhere. Running both across a training week covers the whole spectrum.
What the evidence says
Fenwick and colleagues compared rowing exercises for trunk muscle activation, lumbar motion and spine load and found unsupported bent over rowing places considerably greater demand on the lower back than supported alternatives, which is why this belongs in a programme once a week rather than three times.
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and reported very high compressive forces, supporting the rule that the lumbar spine stays set even while the thoracic spine rotates.
McGill's work on core training supports bracing before the set and using the trunk to control motion rather than allowing the spine to move freely under load.
Vigotsky and colleagues warned against reading surface electromyography amplitudes as direct evidence of growth potential, which is worth remembering given how often loose rowing variations are defended with activation claims.
Liao and colleagues reviewed unilateral and bilateral resistance training and found comparable effects on strength and performance measures, so the single arm format is a practical convenience rather than a superior stimulus.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together support a small number of very hard sets ended on a positional cue.
Common questions
Is the loose form actually safe?
It is if you understand which parts are allowed to move. Rotation through the mid-back and drive from the hip are the point. A rounding, twisting lower back under a heavy dumbbell is not, and that is where injuries come from. Set the lumbar spine, brace, and stop the set when it starts to change.
Should I use straps?
Yes, once the weight is heavy enough that your grip fails before your back does. Going strapless is a valid choice if grip is what you are training, but make it a decision rather than an accident.
How is this different from a one-arm dumbbell row?
Same pattern, different intent. A one-arm dumbbell row is strict and aimed at the lats. A Kroc row is loose, heavy and high rep, aimed at pulling strength and grip. If you only ever do one, do the strict version.
How many reps is right?
Fifteen to twenty five on the top set. Fewer than that and you are simply doing a heavy row with sloppy form, which is not what makes this useful. The high rep count with a very heavy dumbbell is the whole character of the exercise.
Does it build a bigger back than strict rowing?
There is no evidence that it does, and nobody has compared them directly. What it reliably builds is grip strength and the ability to hold position under heavy load. Use it for that.
