How to perform it
Seated at a triceps machine with the upper arms supported and the elbows level with the pivot, extend the arms fully and return under control.
- Adjust the seat so your elbows sit level with the machine's pivot.
- Sit with your back flat against the pad and feet on the floor.
- Rest the upper arms on the support and take the handles.
- Set the shoulders down rather than shrugged.
- Brace the abs and keep the ribs down.
- Bend the elbows to reach the deepest position the machine allows.
- Extend the arms until the elbows are completely straight.
- Keep the upper arms in contact with the support throughout.
- Squeeze for a beat at lockout.
- Return over three seconds without letting the stack rest.

Common mistakes
Elbows out of line with the pivot
A mismatch between your joint and the machine's axis makes the resistance arrive in the wrong places and lets the shoulders help.
Back leaving the pad
Pushing off the pad to finish a rep is the machine version of leaning into a pushdown.
Stopping short of lockout
The last few degrees are where the triceps is most directly loaded, and they are the first thing fatigue removes.
Letting the stack slam
Dropping the weight throws away the eccentric, which on a machine costs nothing to control.
Making it your only triceps exercise
Most machines hold the arms in front of you rather than overhead, which trains the long head short.

What the machine triceps extension actually trains
A machine triceps extension is a seated elbow extension exercise in which the upper arms rest on a support and you press handles or pads out until the arms are straight.
The triceps brachii has three heads. The lateral and medial heads cross the elbow only. The long head crosses the shoulder too, so how much it is stretched depends on where your upper arm sits, not on how hard you squeeze.
That distinction decides how useful your gym's particular machine is. Most seated triceps machines hold the upper arms in front of the torso or resting on a pad at roughly chest height, which is a shortened or neutral position for the long head. A minority put you in something closer to an overhead position. Look at where your arms end up before deciding what the machine is for.
Kholinne and colleagues found the three heads contribute differently to elbow extension depending on the demand, which is why arm position is a real variable rather than a talking point.
What the machine reliably provides is simplicity. Your back is supported, your upper arms cannot travel, there is no bar to control and no dumbbell to lower awkwardly. Setup is a seat and a pin. That means you can take a set to genuine failure with no consequences, which is the main reason to choose it.
It also means the exercise is easy to do badly without noticing, because the machine will happily move through a shortened range with your shoulders helping. The elbow and the pivot have to agree, and that is your job rather than the machine's.
Setting up and executing
Adjust the seat so your elbows sit level with the machine's pivot. This is the whole setup and it changes where the resistance is hardest.
Sit with your back flat against the pad and your feet on the floor. Rest the upper arms on the support and take the handles, setting the shoulders down rather than shrugged.
Brace the abs and keep the ribs down.
Bend the elbows to reach the deepest position the machine allows, then extend the arms until the elbows are completely straight and squeeze for a beat at lockout.
Return over about three seconds, keeping the upper arms in contact with the support throughout, and start the next rep before the stack settles.
The mistakes that cost you the most
Elbows out of line with the pivot is the fault that undermines everything else. When your joint and the machine's axis disagree, your arms slide on the support during the rep, the resistance peaks in the wrong place and the shoulders start contributing. Check the alignment before you load, and recheck it if you change machines.
Back leaving the pad is the seated version of leaning into a pushdown. If your torso is pushing away from the support on the last three reps, the weight is too heavy.
Stopping short of lockout is what fatigue does first. The final few degrees are where the triceps is most directly loaded, and they are also the easiest to quietly skip.
Letting the stack slam discards the eccentric. Schoenfeld and colleagues found eccentric muscle actions produce slightly greater hypertrophy than concentric ones, and controlling the return costs nothing but attention.
And making it your only triceps exercise is the programming error. If the machine holds your arms in front of you, the long head is being trained short, and something overhead needs to sit alongside it.
Sets, reps and rest by goal
Moderate reps, short rest and no reason to be conservative with effort.
For muscle gain, three sets of ten to fifteen with a minute. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.
Take the last set to genuine failure. On a machine that means pressing until the handles stop moving, which requires nothing more than deciding to.
Drop sets are trivial here. Move the pin, keep going, and you have added real volume in under a minute without another setup.
Progress by reps within the range first, then move the pin. Stack increments are often large relative to what the triceps can extend against, so weeks at one setting while the reps climb is normal.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and this is an efficient way to bank those sets given how little setup and recovery it demands.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so keep the early sets a rep or two in reserve and spend the failure on the last one.
Where it fits in your split
After the pressing, or early in a dedicated arm session.
On push, pull and legs it goes at the end of push day, once the bench and overhead press have already loaded the triceps. On a bro split it can come first or second for triceps on arm day. On an upper and lower split it is the triceps work in either upper session. On a full body programme it is fast and requires no equipment juggling.
The important ordering decision is what it sits alongside. Maeo and colleagues found elbow extension trained with the arm overhead produced substantially greater triceps hypertrophy than the same work with the arm in a neutral position. If your machine keeps the arms in front, an overhead extension should be the first triceps exercise of the session and the machine should follow it.
If your gym's machine does put you in an overhead position, it becomes considerably more valuable, and it can lead.
Two or three sessions a week is fine. The triceps recover quickly and already work on every press you do, so two or three direct sets per session is usually enough.
Variations worth knowing
The overhead cable extension trains the same joint action with the arm raised, which loads the long head in its lengthened position and is the more valuable exercise for most people.
The cable pushdown is the standing equivalent, with a freer path and nothing to adjust, though it shares the machine's short long head position.
The skull crusher, lying with the upper arms fixed, sits between the two on shoulder angle and loads the stretch better than a pushdown does.
A single arm machine extension exposes side to side differences that a two arm version conceals.
The dip machine is a compound alternative that brings the chest and shoulders in, useful when you want more than isolation.
And the close-grip bench press is the heaviest loading option for elbow extension and progresses further than any of them.
What the evidence says
Kholinne and colleagues examined the three heads of the triceps and found each contributes differently to elbow extension depending on the demand, which is the anatomical reason arm position matters more than handle shape.
Maeo and colleagues found substantially greater triceps hypertrophy after elbow extension training performed with the arm overhead than with the arm in a neutral position, which should determine where this machine sits in your session rather than whether you use it.
Vigotsky and colleagues cautioned that surface electromyography amplitude cannot be read directly as a measure of growth, which is worth remembering whenever a machine is sold as activating a specific head.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a complete lockout on every repetition rather than the shortened reps fatigue produces.
Schoenfeld and colleagues found eccentric muscle actions produced slightly greater hypertrophy than concentric ones, which is why the three second return is worth the discipline.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found sets stopped short of failure grow muscle comparably to sets taken to it, which is how to decide when to use the machine's safety.
Common questions
Is a machine worse than free weights for triceps?
Not for growth. The elbow extension demand is the same and the machine removes the balance and setup, which lets you train harder. What matters far more than machine or free weight is whether your arm ever gets into an overhead position during the week.
How do I set the seat?
So your elbows line up with the machine's pivot. If your upper arms slide on the support during a rep, or your shoulders shrug at lockout, the height is wrong and the resistance curve is fighting you.
Is this the same as a cable pushdown?
Close, if your machine keeps the arms in front of the torso. The joint action is identical and the arm position is similar, so doing both in one session adds little beyond volume. Choose one and use an overhead movement as the other exercise.
Should I train to failure?
On the final set, yes. It is safe, it takes seconds, and machines are the easiest place to be certain your effort was real. Earlier sets can stay a rep or two short with no cost to growth.
Do I need direct triceps work at all?
If you press regularly, you are already training them hard. Direct work is worth adding when arm size is a priority, and in that case the position of your upper arm matters more than the exercise name, so make sure at least some of it happens overhead.
