How to perform it
Seated in the machine with the handles at chest height, press down until the arms are straight, then let the handles rise under control.
- Adjust the seat so the handles sit at roughly chest height.
- Sit with your back flat against the pad and your feet on the floor.
- Select a weight and take a handle in each hand.
- Set the shoulders down away from the ears.
- Brace the abs and keep the torso upright.
- Press the handles down by straightening the arms.
- Keep the upper arms close to your sides.
- Finish at complete lockout and pause for a beat.
- Let the handles rise under control over two to three seconds.
- Stop when the elbows reach roughly ninety degrees and press again.

Common mistakes
Seat set too high or too low
If the handles do not start near chest height the range is wrong before you begin. Adjust before loading.
Leaning forward to press
Tipping the torso into each rep hands the work to the chest and takes it off the triceps. Stay upright against the pad.
Shrugging under load
Letting the shoulders ride towards the ears puts the joint in its least comfortable position and adds nothing.
Letting the stack pull the arms up
Releasing the handles skips the lowering phase, which is half the rep.
Stopping short of lockout
The last few degrees are where the triceps is fully shortened. Finish each rep.

What the seated dip machine actually trains
A seated dip machine is a chest supported pressing exercise in which you sit upright, take a handle in each hand at roughly chest height, and press down until the arms are straight.
The triceps brachii does most of the work, since the movement is dominated by elbow extension. The chest and front deltoid contribute as the upper arm moves relative to the torso, which is why this is a compound rather than an isolation.
Kholinne and colleagues examined the roles of the three triceps heads during elbow extension and found each contributes differently. The long head crosses the shoulder as well as the elbow, so its length depends on where the upper arm sits. Here the upper arm travels from roughly level with the torso to alongside it, meaning the long head is never especially lengthened.
That limitation is shared with pushdowns and dips generally, and it is worth naming. Maeo and colleagues found elbow extension performed with the shoulder flexed overhead produced substantially greater long head hypertrophy than the same work with the arm in a neutral position. No dip, machine or otherwise, gets you that.
What the machine does exceptionally well is remove every obstacle between you and hard work. The seat holds you in position, the back pad stops you tipping forward, the load is set by a pin, and a failed rep simply means the handles stop moving.
Compare that with bench dips, where the load is fixed by leverage, or parallel bar dips, where you cannot use less than your own bodyweight. This machine lets you choose a load, add to it in small steps, and press until you genuinely cannot. For most people building triceps size, that is worth more than the stabilising work a free movement provides.
Setting up and executing
Adjust the seat so the handles sit at roughly chest height when you sit down. This single adjustment determines your range, so check it rather than assuming.
Sit with your back flat against the pad and your feet on the floor. Select a weight, take a handle in each hand and set the shoulders down away from the ears.
Brace the abs and keep the torso upright rather than tipping forward into the handles.
Press the handles down by straightening the arms, keeping the upper arms close to your sides, and finish at complete lockout. Pause for a beat.
Let the handles rise under control over two to three seconds until the elbows reach roughly ninety degrees.
The mistakes that cost you the most
Seat set too high or too low is the most common fault and takes ten seconds to fix. Too low and you start with the arms partly straight, cutting the range short; too high and the shoulders are driven into an uncomfortable position on every rep.
Leaning forward to press shifts the exercise away from the triceps. Tipping the torso into each rep turns it into a poor chest press and lets your bodyweight do part of the job. The back stays against the pad, which is why the pad exists.
Shrugging under load is the shoulder problem to watch. Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, and letting the shoulders ride towards the ears while pressing adds discomfort without adding stimulus.
Letting the stack pull the arms up skips the lowering phase. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when equated, which is why discarding one of them is a poor idea.
Stopping short of lockout removes the portion where the triceps is fully shortened. Pallarés and colleagues found full range training beat partial range work, and finishing the rep costs you nothing.
Sets, reps and rest by goal
Because the load is adjustable and failure is safe, this machine takes a wider range of programming than most triceps work.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.
Take the last set to genuine failure. There is nothing to drop, nobody to call and no awkward position to escape from, which makes this one of the few triceps movements you can honestly run out on. Drop sets are equally simple: move the pin two plates and continue.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so there is no need to spend every set at the limit.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and sets here count towards triceps and chest volume at the same time.
Progress in the smallest increment the stack allows and use repetitions to bridge the gap between plates.
Where it fits in your split
After the pressing, in a push or arm session.
On push, pull and legs it goes on push day once the bench and overhead work is done. On an upper and lower split it fits as accessory pressing in either upper session. On a bro split it can lead the triceps work on arm day. On a full body programme it is fast, since setup is a seat and a pin.
The clearest case for choosing it is that you train alone and want to press hard without an escape plan. The second is that parallel bar dips are either too hard or uncomfortable at the shoulder, which is common enough.
The case against it is narrow. You lose the stabilising demand of a free dip and the skill of controlling your own bodyweight, both of which matter if you value them and do not if you do not.
Pair it with an overhead extension somewhere in the week so the long head gets trained at length. That single addition turns a decent triceps plan into a complete one. Twice a week is comfortable, since the movement is easy to recover from.
Variations worth knowing
The parallel bar dip is the free bodyweight original, harder to load precisely but with a genuine stabilising demand.
An assisted dip machine counterweights your bodyweight and is the sensible bridge for anyone not yet able to perform a full dip.
A single arm dip machine exposes differences between sides that a two handed press hides.
The cable triceps pushdown is the pure isolation with the same joint action, a simpler setup and steadier tension.
The close grip bench press is the heaviest loaded triceps compound available, at the cost of a large chest contribution.
And the overhead cable extension is the movement that trains the long head in a lengthened position, which is the thing every dip variation fails to do.
What the evidence says
Kholinne and colleagues examined the role of each head of the triceps brachii in elbow extension and found the three heads behave distinctly, which explains why upper arm position determines what a triceps exercise trains.
Maeo and colleagues found elbow extension trained overhead produced substantially greater long head hypertrophy than the same work performed with the arm in a neutral position, which is why a dip machine needs an overhead partner exercise rather than standing alone.
Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded positions worth treating carefully, supporting the cues to keep the shoulders set down and the seat height sensible.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting a complete lockout and a full return on every rep.
Schoenfeld and colleagues found eccentric and concentric muscle actions produce broadly similar hypertrophy when equated, which is the argument for controlling the return rather than letting the stack pull your arms up.
Schoenfeld and colleagues, in their volume review, found a dose response between weekly hard sets and hypertrophy, and the practical value of this machine is that it makes those hard sets easy to complete.
And Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, which frames how often to use the machine's safety rather than treating every set as maximal.
Common questions
Is this as good as real dips?
For triceps size, yes, and for many people better, because you can select a load that lets you train in a productive rep range and progress in small steps. What you give up is the stabilising demand and the skill of moving your own bodyweight.
How do I set the seat?
So the handles start at roughly chest height. Too low and you begin with the arms partly straight, which shortens the range; too high and the shoulders are pushed into an awkward position. It is the only setup decision the machine asks of you.
Should I lean forward for more chest?
No. If you want chest work, do a chest exercise. Leaning into the handles on this machine reduces the triceps demand and lets your bodyweight contribute, which defeats the purpose of a supported seat.
Does it train the whole triceps?
No. The upper arm stays alongside the torso, so the long head is never fully lengthened, and Maeo and colleagues found overhead training produced substantially more long head growth. Add an overhead extension once a week.
How does this differ from a triceps pushdown?
The pushdown is a pure isolation with the upper arm fixed at your side; the dip machine lets the upper arm travel, which brings the chest and front deltoid into it and allows heavier loading. They overlap a great deal, so pick one as your main pressing style triceps movement rather than doing both in the same session.
