How to perform it
Standing a step back from a low pulley, curl the handle from a fully straight arm up towards your shoulders while keeping the elbows at your sides.
- Set a pulley to its lowest position and attach a straight bar or two handles.
- Stand facing the machine and take the attachment with an underhand grip.
- Step back one pace so the cable is taut with your arms straight.
- Stand tall with the feet hip width and the abs braced.
- Pin the elbows against your sides.
- Curl the attachment up towards your shoulders.
- Turn the palms upwards as you rise if you are using single handles.
- Stop when the forearms reach the point where the cable slackens.
- Lower under control over two to three seconds.
- Straighten the arms fully at the bottom before the next rep.

Common mistakes
Standing too close
If you stand under the pulley the cable goes slack at the bottom and you lose the one advantage the exercise has. Step back a pace.
Elbows drifting forward
Letting the elbows travel forward turns the curl into a small front raise and unloads the biceps at the top.
Swinging the torso
Rocking back to start each rep passes the load to the hips. Brace the abs and keep the ribs down.
Cutting the bottom short
Stopping with the elbows bent removes the stretched position, which is the part the cable is there to load.
Chasing the squeeze at the top
Past a certain point the cable line runs through the elbow and the tension disappears, so hanging around at the top does nothing.

What the low cable curl actually trains
A low cable curl is a biceps isolation exercise in which you stand a step back from a pulley set at its lowest position and curl the handle from a fully straight arm up towards your shoulders.
The biceps brachii does the majority of the elbow flexion, with the brachialis working underneath it and the brachioradialis in the forearm contributing throughout. Because the grip is underhand, the biceps is also holding the forearm in supination, which is its second job and the reason a supinated curl feels different from a neutral one.
None of that is unique to the cable. The muscles involved in a curl are the muscles involved in every curl. What changes is where in the range the resistance is hardest.
A dumbbell is pulled straight down, so the load on the elbow depends on how far the weight sits horizontally from the joint. With the arm hanging, that distance is close to zero, which makes the bottom of a dumbbell curl almost free. The exercise peaks with the forearm parallel to the floor and fades again towards the top.
A cable pulls along its own line rather than straight down. Standing back from a low pulley, that line runs down and forward, so the biceps is loaded from the very first degree of movement, including in the lengthened position where the arm is straight. That is the entire argument for the exercise.
It matters because loading a muscle at long lengths appears to be productive. Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with short length work, and the low cable is the simplest way to apply that idea to the biceps.
Be honest about the size of the effect, though. This is still a curl, and the difference will not decide whether your arms grow.
Setting up and executing
Set a pulley to its lowest position and attach a straight bar, an EZ bar or two single handles.
Stand facing the machine and take the attachment with an underhand grip. Then step back one full pace, far enough that the cable is taut with your arms hanging straight. If the stack rests at the bottom of a rep, you are too close.
Stand tall with the abs braced. Pin your elbows against your sides and leave them there.
Curl the attachment up towards your shoulders, turning the palms upwards as you rise if you are using single handles.
Stop when the cable begins to slacken, then lower under control over two to three seconds and straighten the arms completely before the next rep.
The mistakes that cost you the most
Standing too close is the fault that undoes the whole exercise. If you set up underneath the pulley, the cable line becomes vertical and the bottom of the movement is unloaded exactly as it is with a dumbbell. You have then done a dumbbell curl with a longer walk to the equipment. Step back a pace and check that the stack is lifted before you begin.
Elbows drifting forward is the universal curl fault. Letting them travel forward as the weight rises shortens the lever and hands part of the work to the front deltoid.
Swinging the torso is how most people add weight without adding stimulus. A little body english on the last rep of a hard set is not a crime; a hip drive on every rep means the biceps is not what you are training.
Cutting the bottom short is common and self defeating here. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and in this exercise the bottom is precisely the range the cable exists to load.
Chasing the squeeze at the top is the last one. Past a certain angle the cable line passes close to the elbow and the resistance collapses, so holding a contraction there does very little.
Sets, reps and rest by goal
Curls respond to moderate loads and a lot of repetitions, and there is no reason to be heroic with them.
For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, although biceps strength for its own sake is rarely the point. In a fat loss phase, three sets of twelve to twenty with a minute.
Control the descent. Schoenfeld and colleagues found eccentric and concentric actions produce broadly similar hypertrophy when equated, so a slow lowering phase is not magic; it simply stops you dropping the handle back through the range you paid to load.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the biceps is a muscle that also receives meaningful work from every row and pulldown you perform. Count that volume before you add a fourth curl variation.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, so there is no need to grind every set. Curls are cheap to recover from, but they are not free.
Where it fits in your split
At the end of a pulling session, after the heavy work.
On push, pull and legs it goes on pull day, after the rows and pulldowns. On an upper and lower split it fits into either upper session. On a bro split it sits on arm day as one of two or three curl variations. On a full body programme it earns a place only if arms are a stated priority.
The ordering question people ask about most is whether to curl before rowing so the biceps is fresh. The answer is almost always no. Rowing and pulldowns build far more back than curls build arms, and doing curls first costs you back training for very little in return.
If you are choosing one curl variation to keep, a low cable curl is a defensible pick because of the resistance profile, but it is one of perhaps fifteen curls that would all work. The variable that matters is how many hard sets you do, not which one you choose.
Variations worth knowing
The dumbbell curl is the free weight default, quick to set up and available anywhere, with its resistance concentrated in the middle of the range.
The barbell curl puts both hands on one bar and allows the heaviest loading, at the cost of a fixed wrist position some people dislike.
A cable curl with a rope starts the hands neutral and lets you supinate freely as you rise.
A single arm low cable curl exposes differences between arms that a two handed version hides.
The behind the body cable curl has you stand in front of the pulley, which adds shoulder extension to the stretched position.
And the preacher curl fixes the upper arm against a pad and loads the stretch hardest of all, making it the closest relative of this exercise.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the differences modest, which supports treating curl selection as a matter of comfort and resistance profile rather than recruitment.
Pedrosa and colleagues found that partial range training performed at long muscle lengths produced favourable adaptations compared with short length training, which is the mechanistic case for a curl that keeps tension on the biceps with the arm straight.
Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, which supports straightening the arm completely at the bottom of every rep.
Vigotsky and colleagues cautioned that surface electromyography amplitude does not translate directly into muscle growth, which is a useful check on any claim that one curl activates the biceps more than another.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the single most useful thing to know about arm training.
Refalo and colleagues found that stopping short of failure produces comparable hypertrophy to training to failure, which lets you accumulate those sets without wrecking yourself.
And Schoenfeld and colleagues, in a separate review of concentric versus eccentric actions, found broadly similar hypertrophy between them, which puts slow negatives in their proper place as a control tool rather than a growth secret.
Common questions
Is this better than a dumbbell curl?
Mechanically it loads the bottom of the range, which a dumbbell does not. Practically the difference is small and both work. If a cable station is free, use this. If not, curl a dumbbell and stop worrying about it.
How far back should I stand?
One full pace, far enough that the cable is under tension with your arms hanging straight. If the weights touch down between reps, move back further.
Should I use a bar, a rope or handles?
Whichever your wrists prefer. A straight bar fixes you in full supination; a rope or single handles let the wrist rotate as you curl. There is no meaningful growth difference, so pick the one that does not hurt.
Does this build the biceps peak?
No, and neither does anything else. Flexed shape is determined by the muscle's shape and where its tendons attach, which training does not change. You can make the muscle bigger, which makes whatever peak you have more obvious.
How is this different from a preacher curl?
Both load the stretched position hard, which is the trait that matters. The preacher pins the upper arm against a pad; the low cable relies on you to keep the elbows still. They are near duplicates, so run one or the other rather than both.
