Kettlebell Clean and Press

How to perform it

Clean the kettlebell to the rack position with a hip hinge, then press it overhead to full lockout.

  1. Stand with the kettlebell between your feet and hinge to grip the handle.
  2. Hike the bell back between the legs like a snap pass.
  3. Drive the hips forward hard to send the bell up.
  4. Keep the elbow close to the ribs as the bell rises.
  5. Rotate the hand around the bell rather than letting it flip over.
  6. Receive it in the rack with the forearm vertical and the bell on the back of the wrist.
  7. Stand tall and brace the abs before pressing.
  8. Press the bell overhead, moving the head slightly out of the way.
  9. Lock out with the arm straight and the bicep near the ear.
  10. Lower to the rack, then hinge and swing the bell back down.

Common mistakes

Curling the clean

Lifting the bell with the arm instead of the hips caps the weight and turns a power movement into a bad biceps exercise.

Banging the forearm

A bell that flips over and slams the wrist means you let it drift away from the body. Keep the elbow close and rotate the hand around it.

A collapsed rack position

If the wrist bends back and the elbow drifts out, the press starts from a weak position and stays there.

Leaning back to press

Arching the lower back turns the press into an incline press and loads the spine. Squeeze the glutes and keep the ribs down.

Going too heavy too early

The clean is a skill. A bell you cannot rack cleanly is a bell you cannot press well either.

What the kettlebell clean and press actually trains

A kettlebell clean and press is two movements joined together: a hip driven clean that brings the bell from between the legs to the front rack, followed by a strict overhead press from that rack to lockout.

The clean is a hinge. The glutes and hamstrings produce the force, the back and trunk transmit it, and the arm's only job is to guide the bell into position. It is a power movement, and like all power movements it trains coordination and rate of force development rather than size.

The press is a shoulder exercise. Sakoma and colleagues described the deltoid as functionally segmented, and an overhead press loads the anterior and lateral portions heavily, with the triceps extending the elbow and the upper traps assisting near the top. This half is the part that can build muscle.

Between them sits the rack position, where the trunk does its work. Holding a bell on one side of your body means resisting a constant sideways pull, and McGill's argument that the trunk trains best through stiffness rather than movement describes what is being asked.

What the combination gives you is a full body movement you can load reasonably heavily with one implement. What it costs you is precision. The clean limits the weight long before the press does for most beginners, which means the pressing stimulus is capped by a skill that has nothing to do with your shoulders.

That is the honest trade. If you want to build shoulders, a dumbbell or barbell press does it with less to learn. If you have one kettlebell, this is close to the best exercise available.

Setting up and executing

Stand with the kettlebell between your feet and hinge at the hips to grip the handle, keeping the back flat.

Hike the bell back between your legs, then drive the hips forward hard to send it up. The arm does not pull.

Keep the elbow close to the ribs as the bell rises and rotate your hand around the bell rather than letting the bell flip over your hand. Done properly it lands softly.

Receive it in the rack, with the forearm vertical, the wrist straight and the bell resting on the back of the wrist and forearm.

Stand tall and brace before pressing. Press overhead, moving your head slightly out of the way, and lock out with the arm straight and the bicep near the ear.

Lower to the rack under control, then hinge and swing the bell back down for the next rep.

The mistakes that cost you the most

Curling the clean is the fault that defines the beginner. If the arm lifts the bell, the weight is limited by your biceps, the bell arcs away from your body and then crashes down onto your forearm. The hips move the bell. The arm steers it.

Banging the forearm is the visible symptom of the same problem. A bell that flips over the top of your hand has travelled too far from your body. Keeping the elbow tight to the ribs and rotating the hand around the handle fixes it. If your forearms are bruised, this is why.

A collapsed rack position sets up a bad press. The wrist should be straight and the forearm vertical, not bent back with the elbow flared. Saeterbakken and colleagues found that body position and loading modality change both muscle activity and strength in shoulder presses, and a poor starting position costs you both.

Leaning back to press is the same lumbar arch that spoils every overhead press. Cholewicki and colleagues measured lumbar loading during heavy lifting and found spinal position matters considerably, which is the reason to squeeze the glutes and keep the ribs down.

And going too heavy too early is a programming error dressed up as ambition. If you cannot rack the bell cleanly, you cannot press it well either.

Sets, reps and rest by goal

Programme this per arm and keep the rep counts moderate, because the clean degrades before the press does.

For muscle gain, four sets of six to ten per arm with ninety seconds rest. That gives enough pressing volume to matter without so many cleans that technique falls apart.

For strength, five sets of three to five per arm with two minutes rest, using a heavier bell. Short sets keep every clean crisp, which is the point.

In a fat loss phase, four sets of eight to twelve per arm with a minute of rest works as conditioning, though the usual caveat applies: total activity and effort drive the outcome, not the exercise.

Refalo and colleagues found that stopping a rep or two short of failure produces comparable growth, and that matters more here than usual, because the failure rep on a kettlebell press is the one where your lower back bails you out.

Progression is awkward, because kettlebells jump in four kilogram steps. Add reps at a given bell until the top of your range is comfortable on every set, then move up.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and pressing sets here count towards shoulder and triceps volume.

Where it fits in your split

Early in a session, while you are fresh enough to clean well.

On push, pull and legs it fits on push day as the overhead movement. On a bro split it opens shoulder day. On an upper and lower split it belongs in the upper or full body session. If a kettlebell is the only implement you own, it can reasonably anchor a whole full body session.

The thing to avoid is putting it late in a workout. Cleans performed tired are how forearms get bruised and lower backs get rounded.

Two sessions a week is sensible. The press recovers quickly, but the hinge component adds to the same fatigue pool as deadlifts and swings, so account for it.

Variations worth knowing

The kettlebell strict press, from a bell already racked, removes the clean and lets you focus on the pressing, which is the better choice if shoulder size is the goal.

The clean on its own is what most people should practise more, since it is the limiting skill.

The double kettlebell clean and press uses two bells, which roughly doubles the load and turns the trunk demand from anti lateral flexion into pure bracing.

The push press adds a dip and drive from the legs, letting you overload the top of the movement.

A dumbbell clean and press follows the same pattern with an implement that is easier to rack and kinder to the forearms, which makes it a sensible substitute while you learn.

And the kettlebell snatch takes the bell from between the legs to overhead in one movement, faster and more technical, and worth learning only if you enjoy the skill.

What the evidence says

Saeterbakken and colleagues examined how body position and loading modality affect muscle activity and strength during shoulder presses, finding meaningful differences between standing and seated work and between implements. That supports treating a standing single bell press as a different exercise rather than a substitute.

Sakoma and colleagues described the anatomical and functional segments of the deltoid, which is the basis for saying overhead pressing loads the anterior and lateral portions heavily while doing little for the rear.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified positions worth treating carefully, supporting a controlled lockout rather than a rushed press from a collapsed rack.

Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found compression rises sharply with poor spinal positions, which is why the clean deserves a flat back.

McGill's work on core training argues for stiffness rather than trunk movement, and the racked position on one side of the body is a textbook anti lateral flexion demand.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is how to think about the pressing half of this exercise.

Refalo and colleagues found that stopping short of failure produces comparable growth, which is the sensible stopping rule when the failure rep involves a bell above your head.

Common questions

Why does the bell smash into my forearm?

Because it is travelling too far from your body and flipping over the top of your hand. Keep the elbow tight to your ribs and rotate your hand around the handle so the bell arrives on the back of your wrist rather than crashing onto it. A good clean is silent.

Is this a good shoulder builder?

The pressing half is, but the clean caps the weight long before your shoulders are the limit. If shoulder size is the goal and you have a choice of equipment, press dumbbells or a barbell. If a kettlebell is what you have, press it from the rack rather than cleaning every rep.

One arm or two?

Start with one. A single bell is easier to learn, and the offset load gives a genuine trunk demand. Move to double bells when the clean is automatic, accepting that the trunk challenge changes from resisting a sideways pull to plain bracing.

How heavy should the bell be?

Light enough that every clean lands softly in the rack, which is almost always lighter than people want. The press will usually feel easy at that weight, and that is the correct starting point rather than a sign to go up.

Should I do this or the Turkish get-up?

They share almost nothing beyond an overhead position and a kettlebell. The clean and press is a repeatable strength movement you can load and progress. The get-up is a slow skill drill. If you have time for one, the clean and press gives more training per minute.
