Kettlebell Curl

A supinated curl performed with a kettlebell. The offset load shifts the resistance and taxes the grip more than a dumbbell.

How to perform it

Holding a kettlebell by the handle with a supinated grip, curl it from full extension to full flexion and lower under control.

  1. Stand with the feet hip width and a kettlebell in one or both hands.
  2. Take the handle with a supinated grip in the middle of the handle.
  3. Let the bell hang below and behind the hand.
  4. Pin the elbows lightly against your sides.
  5. Brace the abs and keep the ribs down.
  6. Curl the bell up towards the shoulder.
  7. Squeeze the handle hard so the bell does not rotate.
  8. Pause for a beat near the top.
  9. Lower over two to three seconds to a straight arm.
  10. Reset the wrist position and repeat.

Common mistakes

Letting the bell rest on the forearm

If the bell flops onto your wrist the load is carried by your arm rather than resisted by the biceps.

Swinging the torso

Leaning back to start the rep turns the curl into a whole body movement. Brace and keep the ribs down.

Elbows travelling forward

Bringing the elbows up towards the shoulder shortens the range and hands the top to the front delt.

Grip failing first

The offset load taxes the hand, so a bell that slips or rotates ends the set before the biceps are done.

Ignoring the wrist

A bent wrist under an offset weight is uncomfortable and unnecessary. Keep it straight and neutral.

What the kettlebell curl actually trains

A kettlebell curl is a biceps isolation exercise in which you curl a kettlebell from a straight arm to full elbow flexion using a supinated grip.

The biceps brachii is the prime mover, the brachialis beneath it works throughout, and the brachioradialis assists. The forearm flexors and the small muscles of the hand work harder than they would with a dumbbell, because the mass of a kettlebell hangs below and away from the handle rather than sitting in line with it.

That offset is the only real difference, and it is worth being honest about what it gives you.

It gives you a slightly different resistance profile, because the centre of mass sits further from the hand and behind the wrist rather than through it. It gives you a harder grip challenge, because the bell wants to rotate and your hand has to stop it. And it gives you an awkward top position, because at full flexion the bell tends to swing back towards your forearm and rest there, which unloads the biceps at exactly the point you were trying to load it.

So the honest use case is narrow. If kettlebells are the weights you own, this is a perfectly good way to curl. If you have a rack of dumbbells next to you, use those instead and spend the attention you saved on doing more hard sets.

Curls are the least interesting variable in an arm programme. Total volume and effort decide the outcome, and the implement is close to noise.

Setting up and executing

Stand with the feet hip width, a kettlebell in one hand or one in each.

Take the handle in the middle with a supinated grip, and let the bell hang below and slightly behind your hand rather than resting on the wrist.

Pin the elbows lightly against your sides. Brace the abs and keep the ribs down so the torso does not contribute.

Curl the bell up towards the shoulder, squeezing the handle hard so it does not rotate as it rises.

Pause for a beat near the top, at the point just before the bell starts to fall back towards your forearm.

Lower over two to three seconds until the arm is completely straight, reset the wrist, and repeat.

The mistakes that cost you the most

Letting the bell rest on the forearm at the top is the fault that is specific to this implement. Once the mass settles against your wrist, the load is being carried by your skeleton rather than resisted by the biceps, and the last part of every rep becomes free. Stop the curl just short of that point.

Swinging the torso is the universal curl error and the offset weight makes it more tempting, because the bell feels heavier than the same number on a dumbbell. Brace, keep the ribs down and accept a smaller bell.

Elbows travelling forwards shortens the range and hands the top of the movement to the front deltoid. The upper arm should stay roughly vertical.

Grip failing first is a real limit here rather than a technique problem. If the handle is rotating in your hand and you are gripping to stay in the set rather than to curl, the offset load has become the exercise. That is fine if grip work is what you wanted, but it means the biceps stopped being trained.

And ignoring the wrist is worth avoiding. Keep it straight and neutral, because a bent wrist under a weight hanging behind the hand is uncomfortable and buys you nothing.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with sixty seconds rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.

Moderate to high reps suit kettlebells better than heavy sets, for a practical reason. Kettlebell increments are large, often four kilos between bells, so you cannot creep up in small steps the way you can with dumbbells or a barbell. Adding reps within a wide range and then jumping to the next bell is the only workable progression.

Slow the descent to two or three seconds. Roig and colleagues found eccentric training produced greater strength gains than concentric training, and controlling the lowering is the cheapest way to make a light bell feel like work.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For biceps that translates into roughly six to twelve hard sets a week across everything you do, curls and pulling combined.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which here means ending the set when the elbows start travelling or the bell starts swinging, rather than grinding out a rep the torso completed.

Where it fits in your split

At the end of a session, as secondary arm work.

On push, pull and legs it goes on pull day after the rows and pulldowns. On an upper and lower split it belongs at the end of the upper sessions. On a bro split it is filler on arm day. On a full body programme it is a reasonable option when kettlebells are the only weights in the room.

The realistic role is substitution rather than addition. If your gym has dumbbells, a kettlebell curl is a dumbbell curl with worse ergonomics and coarser loading, and there is no reason to run both.

Where it does earn a place is in a home or garage setup built around kettlebells. In that context it is your curl, it works perfectly well, and the extra grip demand is a small bonus rather than a distraction.

Twice a week is plenty for direct arm work.

Variations worth knowing

The dumbbell curl is the same movement with a balanced implement, a cleaner wrist position and finer loading increments, and is the default unless you have a reason to choose otherwise.

The two kettlebell curl works both arms at once and halves the time a set takes, which is the sensible default if you own a pair.

The kettlebell hammer curl uses a neutral grip, which suits the offset mass far better because the bell hangs cleanly instead of trying to rotate, and it loads the brachialis and brachioradialis.

The bottoms-up kettlebell curl, with the bell balanced upside down over the fist, is a grip and wrist exercise wearing a curl costume. It is fun and it is not biceps training.

The kettlebell concentration curl, seated with the elbow braced against the inside of the thigh, removes every source of body English and is the strictest version available.

And the barbell curl remains the option that allows the most load and the simplest week to week progression.

What the evidence says

Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the differences were modest, which is why implement choice for curls is a matter of convenience rather than strategy.

Vigotsky and colleagues cautioned that surface electromyography amplitude does not straightforwardly indicate muscle growth, which is worth remembering whenever a novel implement is promoted on the basis of an activation reading.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a complete descent to a straight arm on every rep.

Pedrosa and colleagues found partial ranges carried out at long muscle lengths produced more favourable adaptations than the same work at short lengths, which is a reason to prioritise the stretched bottom of the curl over chasing a hard squeeze at the top.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting a controlled two to three second lowering, which matters more when loading increments are coarse.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together set the volume and effort targets.

Common questions

Is a kettlebell curl better than a dumbbell curl?

No. It is the same exercise with an offset load, a more awkward top position and coarser weight jumps. The only genuine addition is a harder grip challenge. If dumbbells are available, use them; if kettlebells are what you own, this works fine.

Why does the bell rest on my forearm at the top?

Because the mass hangs behind the handle, so as the elbow closes the bell swings back onto your wrist. When that happens the biceps stops being loaded. Stop the curl just before that point rather than letting the weight settle.

Should I curl one kettlebell or two?

Two if you own a pair, since it halves the time. One if you want to give each arm full attention or you only have one bell. There is no meaningful difference in the training effect.

How do I progress when the bells jump by four kilos?

By adding reps. Work at the top of a wide rep range at the current bell for every set, then move to the next size and rebuild the reps from the bottom of the range. That is slower than dumbbell progression, which is the main practical cost of training with kettlebells.

Will the extra grip work build my forearms?

A little, mostly the finger flexors rather than the muscles that add visible thickness. If forearm size is the goal, hammer and reverse curls do more for the brachioradialis, and dedicated wrist work does more for the flexors and extensors.
