How to perform it

Seated in a horizontal leg press with one foot on the platform, push the platform away until the leg is nearly straight, then return under control.

  1. Set the seat so your working knee starts deeply bent.
  2. Sit with your back and hips flat against the pad.
  3. Place one foot in the middle of the platform.
  4. Rest the other foot on the floor or the frame.
  5. Hold the handles and brace the abs lightly.
  6. Release the safety catch if the machine has one.
  7. Push the platform away through the mid foot and heel.
  8. Stop just short of locking the knee out.
  9. Lower over two to three seconds until the knee is deeply bent.
  10. Keep the hip on the pad and press again.

Common mistakes

Seat set too far forward

A short starting range turns the exercise into a quarter rep. Set the seat so the knee starts deeply bent.

Hip lifting off the pad

If the pelvis rolls up at the bottom you have gone past your usable range. Shorten it slightly.

Heel rising off the platform

Pushing through the toes shifts load to the knee and wastes force. Keep the whole foot down.

Locking the knee hard

Slamming into extension gives the joint the load rather than the muscle. Stop just short.

Helping with the other leg

Bracing the resting foot against the frame quietly turns a single leg press into a bilateral one.

What the horizontal single-leg press actually trains

A horizontal single leg press is a seated machine press performed one leg at a time, where the platform travels away from you along a near horizontal path rather than up a steep sled.

The quadriceps do most of the work, with the vastus lateralis, vastus medialis and vastus intermedius extending the knee and the rectus femoris contributing across both joints. The gluteus maximus and adductor magnus extend the hip, and the hamstrings assist only lightly, since the knee and hip both flex and extend together.

The horizontal path is the defining feature and it changes two things.

The first is your back position. Sitting close to upright with the whole spine on a pad means the load runs roughly through your hips and out through your foot, with very little happening at the lumbar spine. There is no need to fight a rounding pelvis under a compressive load. If your lower back is the thing that limits your leg training, this is the machine that ignores it.

The second is the loading. A horizontal press works against a resistance mechanism rather than lifting a sled up an incline, so the numbers are lower and not comparable between machines. Compare a machine only to itself.

The reason to train one leg at a time is not the one you usually hear. Side to side differences are normal and largely irrelevant unless they are extreme. Speirs and colleagues compared unilateral and bilateral squat training in athletes and found unilateral work produced comparable strength gains along with better transfer to sprinting and change of direction. Liao and colleagues, reviewing the same question across studies, reached a similar conclusion. That is the real case: single leg work trains a position you spend most of your life in, and it lets you load each leg fully without your torso becoming the limiting factor.

Setting up and executing

Set the seat so your working knee starts deeply bent. Most people set it too far forward and end up doing a quarter of the range.

Sit with your back and hips flat against the pad. Place one foot flat in the middle of the platform and rest the other on the floor or on the frame, without pushing against it.

Hold the handles, brace the abs lightly, and release the safety catch.

Push the platform away through the mid foot and heel, stopping just short of locking the knee.

Lower over two to three seconds until the knee is deeply bent again and your hip is still flat on the pad.

Press again without letting the weight settle at the bottom.

The mistakes that cost you the most

Setting the seat too far forward is the fault that quietly ruins this exercise. The starting knee angle is the range, and a shallow start means you train the top third of a movement whose value is at the bottom. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial work, and on a leg press the bottom is the part people skip.

The hip lifting off the pad is the opposite problem. If your pelvis rolls up as the platform comes in, you have gone past the range your hips allow and the lumbar spine is now taking the load. Stop a little sooner rather than chasing depth you do not have.

The heel rising off the platform shifts load onto the front of the knee and wastes force through your ankle. Keep the whole foot down. If the heel will not stay flat, move the foot slightly higher on the platform.

Locking the knee hard at the top hands the load to the joint rather than the muscle, and on a horizontal machine the top is the easiest part of the rep anyway. Stop just short.

And helping with the other leg is the specific failure mode of the single leg version. Bracing the resting foot against the frame gives you a bilateral press without you noticing. Put it on the floor and leave it there.

Sets, reps and rest by goal

This is a machine, so effort is safe and the programming can be direct.

For muscle gain, three sets per leg of ten to fifteen with ninety seconds rest. For strength, four sets of six to ten with two minutes. In a fat loss phase, three sets of twelve to twenty with a minute.

Count rest from the end of the second leg. Working both sides back to back is efficient, and the first leg gets a genuine break while the second works.

Take the last set close to failure. A failed rep here just means the platform stops moving, which is the whole reason machines are useful.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and unilateral work is an efficient way to add quad volume without loading your spine twice.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, so most sets do not need to be maximal. Save the last one.

Where it fits in your split

After the free weight work, as the main unilateral quad movement.

On push, pull and legs it goes on legs day after the squat. On a bro split it follows the free weight pressing. On an upper and lower split it is the unilateral quad exercise in the lower session. On a full body programme it is a fast option when the rack is busy.

The honest case for it as a main movement is that some people cannot squat comfortably. Back problems, hip structure, a long femur and a short torso, or a gym without a decent rack. Escamilla and colleagues found the leg press produces its own distinct loading pattern rather than being a lesser copy of the squat, which justifies using it as a primary movement.

It also pairs well with a squat rather than competing with it. The squat trains the pattern and the torso, the single leg press trains each leg with none of the fatigue landing on your back.

Two sessions a week is comfortable, since the recovery cost is low.

Variations worth knowing

The angled single leg press does the same job on a 45 degree sled, with a reclined torso, a longer travel and much heavier plates.

The two leg horizontal press is faster and allows more total load, at the cost of letting the stronger side take over.

A high foot placement on the platform increases hip flexion and biases the glutes and adductors.

A low foot placement increases knee travel and pushes the work towards the quads, though it usually costs some depth.

The Bulgarian split squat is the free weight equivalent, adding a balance and stability demand that the machine removes entirely.

And the single leg press calf raise, pressing through the ball of the foot only, turns the same machine into calf work with no setup change.

What the evidence says

Escamilla and colleagues compared technique variations in the squat and the leg press and found foot placement and stance change the distribution of knee and hip loading, which is the basis for using platform position as a deliberate variable rather than a habit.

Speirs and colleagues compared unilateral and bilateral squat training in rugby players and found unilateral work produced comparable strength gains with better transfer to sprint and agility performance.

Liao and colleagues reviewed unilateral versus bilateral resistance training across studies and reached a similar conclusion, which supports single leg work as a legitimate main movement rather than a remedial one.

Escamilla's work on knee biomechanics during the squat shows how knee forces vary with depth and position, which supports controlling the bottom position rather than avoiding it.

Pallares and colleagues found full range training beat partial range training, supporting the deep starting knee angle.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

How is this different from the 45 degree single leg press?

Mostly in back position and loading. Here you sit close to upright with the spine supported and the platform travels away from you; on the angled version you recline and push a sled up a slope, which allows far more weight and a slightly longer range. Both train the same muscles in the same way. In practice you use whichever machine is free.

Why can I press so much less than on the angled machine?

Because the resistance mechanisms are different and the angled sled uses gravity along a slope with a mechanical advantage built in. The plate numbers between the two machines are not comparable, and neither are numbers between two horizontal machines from different manufacturers. Track your progress on one machine only.

How deep should I go?

Until the knee is deeply bent and just before the hip starts lifting off the pad. That point is individual and depends on your hip structure. Full range work outperforms partial work, but the range that counts is the one you can hold position through.

Is single leg pressing better than two legs?

Not better, different. It removes the stronger side taking over, trains a position closer to walking and running, and keeps total spinal load low. It also takes twice as long. Running both in a programme, or alternating them across blocks, is more sensible than picking a winner.

Do I need this if I already squat?

Not strictly. It is an addition, not a requirement. It earns its place if squatting alone leaves your legs undertrained because your back or your torso gives out first, or if you want quad volume that costs you very little recovery.
