How to perform it
Hold the top of a glute bridge and lift one knee towards your chest, then the other, keeping the hips level throughout.
- Lie on your back with the knees bent and the feet flat.
- Tuck the ribs down and lift the hips into a bridge.
- Check that the hips are level with the knees and shoulders.
- Shift your weight onto the left heel without letting the pelvis tip.
- Lift the right knee slowly towards your chest.
- Hold the lifted position for a beat.
- Place the right foot back down under control.
- Shift the weight and lift the left knee the same way.
- Keep the hips level and square throughout every transfer.
- Lower the hips only once the final knee has returned.

Common mistakes
Letting the pelvis drop on the lifted side
The hip sagging as the knee comes up is the exact thing the drill exists to prevent. Slow down and reduce the knee height.
Marching too fast
Fast alternation lets momentum carry the transfer. The value is in the slow controlled weight shift.
Rotating the pelvis
Twisting towards the standing side hides the demand. Keep the hip bones level and pointing straight up.
Lifting the knee too high
A very high knee tips the pelvis for most people. Lift only as far as you can stay level.
Expecting a glute burn
This is a stability drill. If you want a burn, use frog pumps or loaded bridges instead.

What the glute march actually trains
A glute march is a bridge held at the top while you lift one knee towards your chest, replace it, and lift the other, keeping the hips level throughout.
The obvious answer is that it trains the glutes, and it does, but not in the way most people assume. The gluteus maximus on the supporting side holds the hip extended, the same job it does in an ordinary bridge hold. What makes this exercise distinct is what happens to the pelvis when one foot leaves the floor.
With both feet down, the pelvis has a stable base. Lift one knee and the support becomes a single point under one heel. Gravity now tries to drop the unsupported side of the pelvis and rotate the whole thing towards the standing leg. Resisting that is the work, and it is carried by the gluteus medius and minimus on the supporting side, by the obliques, and by the deep hip rotators.
So this is a lateral pelvic stability and anti-rotation drill wearing a glute exercise's name. That is not a criticism, but it determines how you should use it.
McGill's work on core training argues that much useful trunk training consists of resisting movement rather than producing it, and the glute march is a lower body version of that principle. The marching is a perturbation; your job is for nothing to move.
What it will not do is build much muscle. There is no load, the range at the supporting hip is nil, and the limiting factor is control rather than force. Treat it as a warm-up, a movement quality drill or a rehabilitation exercise and it is genuinely useful.
Setting up and executing
Lie on your back with the knees bent and the feet flat. Tuck the ribs down and lift the hips into a bridge, level with the knees and shoulders.
Before you lift anything, shift your weight onto one heel. Do this slowly, and notice whether your pelvis wants to tip as you do. That transfer is where most of the difficulty lives.
Lift the opposite knee slowly towards your chest. Hold the lifted position for a beat, and check that your hip bones are still level and still pointing straight up.
Place the foot back down under control, transfer the weight, and repeat on the other side.
Keep the supporting side driving through the heel throughout. Lower the hips only once the final knee has returned to the floor.
The mistakes that cost you the most
Letting the pelvis drop on the lifted side defeats the exercise entirely. The whole reason to lift a knee is to challenge the supporting hip's ability to keep the pelvis level. If it drops, you have simply performed a one legged bridge badly. Slow the transfer and lift the knee less far.
Marching too fast is the most common version of the same problem. Quick alternation means momentum carries you from side to side and the stability demand never arrives. A slow transfer with a pause at each knee lift is a different exercise from a rapid march, and it is the one worth doing.
Rotating the pelvis is subtler and easier to miss. Many people keep the hips level in the frontal plane but twist slightly towards the standing leg. Both hip bones should stay pointing at the ceiling.
Lifting the knee too high tips the pelvis for most people. Lift only as far as you can stay level, which is often less far than you expect.
And expecting a glute burn leads people to do this in high volume chasing a sensation that is not coming. Vigotsky and colleagues warned against inferring training value from muscle activation, and the same caution applies to sensation: chasing a burn here means abandoning the control that makes the drill work.
Sets, reps and rest by goal
Count reps per side, slowly, or hold for time with continuous marching.
For muscle gain, three sets of eight to twelve per side with a minute of rest, understanding that the muscle contribution is modest. For strength and stability work, three sets of six to ten per side with ninety seconds, done as slowly as you can manage. In a fat loss phase, three sets of twelve to sixteen per side with forty five seconds.
The set ends when your pelvis starts dropping, not when you run out of reps. That is the honest stopping point for any stability drill, and pushing past it trains the compensation rather than the skill.
Progression here is about difficulty of position, not volume. A band above the knees adds an abduction demand. Elevating the heels on a bench lengthens the lever considerably. Slowing the transfer to three seconds each way is the cheapest progression of all.
Refalo and colleagues found training close to failure sufficient for hypertrophy, and for a control drill the equivalent principle is stronger still: there is no benefit to grinding out marches once quality has gone.
Two or three short exposures a week is plenty, and they cost almost nothing to recover from.
Where it fits in your split
In the warm-up, before the main lower body work, particularly before single leg training.
On push, pull and legs it belongs in the legs day warm-up. On a bro split it is a warm-up item on leg day. On an upper and lower split it precedes single leg work in the lower session. On a full body programme it is a brief inclusion, not a training block. On a bodyweight programme it is a stability drill before the harder work.
The best case for it is preparation for unilateral training. Speirs and colleagues found unilateral squat training produced comparable or better transfer to sprinting and change of direction, and Liao and colleagues reached broadly similar conclusions. Single leg work is worth doing, and the reason is not the popular one about correcting imbalances; it is that the stability demand and the transfer are genuinely different.
The second case is rehabilitation, where controlling pelvic position on one leg is often the specific thing that needs rebuilding. What it should not be is a substitute for loaded single leg work.
Variations worth knowing
The glute bridge hold is the same position without the knee lifts, which is easier and is a plain isometric rather than a stability drill.
The single-leg hip thrust trains the same asymmetry with a bench and a load, and it is the version to use when you want muscle rather than control.
The banded glute march adds a loop above the knees, which introduces an abduction demand on top of the anti-rotation work.
The feet elevated glute march puts the heels on a bench, which lengthens the lever and makes the pelvis considerably harder to control.
The dead bug attacks similar trunk control from a supine position without the bridge, and suits people whose hips fatigue before their trunk does.
And the single-leg Romanian deadlift takes the same anti-rotation challenge into standing, where it can be loaded and progressed for years.
What the evidence says
McGill's work on core training argues that resisting motion is often more valuable than producing it, which is precisely the demand a glute march creates at the pelvis.
Marchetti and colleagues studied muscle activation during isometric rollout positions and found that trunk demand varies sharply with position, supporting the emphasis on holding a specific pelvic position rather than simply completing repetitions.
Vigotsky and colleagues cautioned against reading muscle activation amplitudes as evidence of training effect, which is relevant given that stability drills are frequently justified on activation data alone.
Speirs and colleagues compared unilateral and bilateral squat training in athletes and found unilateral training produced comparable or superior transfer, supporting single leg preparation work for reasons of stability and transfer rather than imbalance correction.
Liao and colleagues' meta-analysis found broadly similar effects on strength with some advantages for unilateral work in speed and change of direction measures.
Schoenfeld, Ogborn and Krieger found a dose response between weekly hard sets and hypertrophy, which explains why an unloaded control drill contributes very little to growth.
Refalo and colleagues found training close to failure is sufficient for hypertrophy, and here the practical rule is to stop where control degrades rather than at exhaustion.
Common questions
How is this different from a glute bridge hold?
The hold is static and both feet stay down; the march lifts one knee at a time, which removes half your base and forces the supporting hip and the obliques to stop the pelvis dropping and twisting. The march is harder, but harder in a stability sense rather than in a way that builds more muscle. If you programme one, programme this one and skip the plain hold.
Will this build my glutes?
Barely. There is no load, the supporting hip does not move through a range, and the limit is control rather than force. Loaded hip thrusts, deep squats and single leg work are where glute growth comes from.
Should I do this or single-leg hip thrusts?
Single-leg hip thrusts, if the goal is muscle. They train the same one sided demand with a full range and the option to hold a dumbbell, and they progress for months. Use the march as preparation, not a replacement.
How high should the knee come?
Only as high as you can lift it without the pelvis tipping or rotating. For many people that is well under ninety degrees at first. Knee height is not the point; keeping the hips level is.
Do I need this if I already train one leg at a time?
Not really. If your programme already contains loaded split squats, lunges or single-leg hip thrusts, you are getting the same stability demand under load. The march is most useful for people building up to that work.
