Hack Squat

A squat on rails, which sounds like a compromise and is closer to a specialisation. It loads the quads harder than a barbell squat can and asks less of everything else.

How to perform it

With your back on the pad and feet on the platform, bend the knees to descend then drive back up.

  1. Load the machine and set the shoulder pads so you can stand comfortably underneath them.
  2. Step onto the platform with your feet about shoulder width apart.
  3. Place the feet mid to low on the platform for a quad-dominant version.
  4. Set your back and hips flat against the pad with the shoulders under the pads.
  5. Grip the handles, brace the abs and unlock the safety catches.
  6. Descend by bending the knees, letting them travel forward over the toes.
  7. Keep the whole back in contact with the pad rather than letting the hips lift at the bottom.
  8. Go down until the thighs are at least parallel with the platform, or deeper if you can hold position.
  9. Drive back up through the whole foot without letting the heels rise.
  10. Stop just short of locking the knees at the top, then descend again.

Common mistakes

Letting the hips lift off the pad

At the bottom, the pelvis can tuck and the lower back peel away from the pad. That is where the position becomes uncomfortable under load. Stop the descent at the point contact is lost.

Feet too high on the platform

Placing the feet high turns the machine into a glute and hamstring exercise and limits knee travel. If you came for quads, put the feet mid to low.

Heels rising

Heels lifting as you descend means either the feet are too low or the ankles are too stiff. Move the feet up slightly or reduce depth rather than pushing through it.

Quarter reps with an enormous load

The machine invites heavy weight and short range, which is a poor trade. Go to at least parallel, and take plates off if you cannot.

Locking out hard at the top

Slamming the knees straight between reps removes tension and jars the joint. Stop just short and keep the quads working.

Variations and swaps

Low foot placement hack squat

Feet low on the platform, which increases knee travel and quad emphasis. The most quad-dominant setup.

High foot placement hack squat

Feet high, which reduces knee travel and shifts work towards the glutes and hamstrings.

Narrow stance hack squat

Feet close together, which emphasises the outer quad and increases the range slightly.

Single-leg hack squat

One leg at a time on the platform. Exposes side to side differences and needs far less load.

Reverse hack squat

Facing the pad instead of leaning back on it. Shifts the emphasis substantially towards the glutes.

Leg press

The other loaded machine option. Similar quad work with less range of motion at the hip and no need to support the torso.

What the hack squat actually trains

The hack squat is a knee-dominant squat pattern on a fixed path. The quadriceps do most of the work, the glutes and adductors contribute, and the hamstrings assist modestly.

What separates it from a barbell squat is not the muscles but the removal of everything else. On a barbell squat, your trunk holds a heavy load in position, your balance is constantly being managed, and the whole system is often limited by something other than your legs. On a hack squat, your back is on a pad, the path is fixed and the only question is whether your quads can push the platform.

That is why it can load the quads harder than a barbell squat, despite being the easier exercise in every other respect. You are not limited by your ability to hold a bar on your back.

The machine also allows more forward knee travel than most people achieve under a barbell, and knee travel is closely tied to quad demand. Kubo and colleagues compared squat depths and found greater depth produced greater lower body muscle growth. Bloomquist and colleagues found deep squat training produced greater quad hypertrophy than shallow squatting. The hack squat makes achieving that depth easier for people whose ankle or hip mobility limits them under a barbell.

Setting up and executing

Load the machine and set the shoulder pads so you can stand comfortably underneath. Step onto the platform with your feet about shoulder width.

Foot placement determines what this exercise trains. Mid to low on the platform allows more knee travel and emphasises the quads. High on the platform reduces knee travel and shifts work to the glutes and hamstrings. Decide which you want before you start.

Set your back and hips flat against the pad. Grip the handles, brace the abs and unlock the safety catches.

Descend by bending the knees and letting them travel forward over the toes. That forward travel is the point, not a fault.

Go down until the thighs are at least parallel with the platform, or deeper if you can hold the position without your hips lifting off the pad. Drive back up through the whole foot, and stop just short of locking the knees.

Two seconds down, controlled up.

The mistakes that cost you the most

Letting the hips lift off the pad is the fault that matters most at the bottom. As you descend past a certain depth the pelvis tucks and the lower back peels away, which loads a flexed lumbar spine under a heavy machine. Find the depth where contact is maintained and stop there. That depth increases over time.

Feet too high on the platform is the most common setup error among people who came for quad development. It limits knee travel, which is the mechanism by which the quads get loaded, and turns the machine into a hip-dominant exercise.

Heels rising as you descend means the feet are too low for your ankle mobility. Move them up slightly rather than pushing through it, since the heels leaving the platform destabilises the whole position.

Quarter reps with an enormous load is the machine's characteristic temptation. There is a lot of weight on the sled, the range is easy to cut and nobody can see. Bloomquist and colleagues and Kubo and colleagues both found deeper training produced better results. Take plates off and go to parallel.

And locking out hard at the top removes tension and jars the knee. Stop just short.

Sets, reps and rest by goal

For muscle gain, three to four sets of eight to fifteen with about two minutes of rest. For strength work, three to five sets of five to eight with two to three minutes, though the fixed path means this builds machine-specific strength more than transferable squat strength. In a fat loss phase, three sets of twelve to twenty with ninety seconds.

The higher rep ranges are worth taking seriously here. Because the machine supports your torso and there is no balance component, you can push a set of fifteen far closer to genuine failure than you could under a barbell, and that is one of the exercise's real advantages.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Twelve to twenty hard sets a week for the quads, across all exercises, suits most people.

Refalo and colleagues found sets stopped a rep or two short of failure produce comparable hypertrophy to sets taken to failure, which is worth knowing because the temptation on a machine is to grind. The safety catches make failure survivable here, which is exactly why it is worth being deliberate about how often you reach it.

Where it fits in your split

Early in a leg session, as a main knee-dominant movement or straight after the barbell squat.

On push, pull and legs it goes on legs day. On an upper and lower split it is the main knee-dominant movement in the lower session. On a bro split it usually opens or follows the squat on leg day.

There are two reasonable ways to use it. As your main squat pattern, if barbell squatting is uncomfortable, unavailable or limited by your back rather than your legs. Or as the quad-focused follow-up to a barbell squat, where you have already trained the pattern heavily and now want to load the quads without a bar on your back.

Both are legitimate. What is not is treating it as a strictly inferior squat you do when the rack is busy. For quad development specifically, it is arguably the better tool.

Variations worth knowing

Low foot placement is the most quad-dominant setup, with the most knee travel. This is the default for quad development.

High foot placement reduces knee travel and shifts the work towards the glutes and hamstrings, which makes it a different exercise rather than a worse one.

A narrow stance emphasises the outer quad and slightly increases the range.

Single-leg hack squats expose side to side differences and require a fraction of the load. A useful check even if you never programme them regularly.

The reverse hack squat, facing the pad rather than leaning back on it, shifts the emphasis substantially towards the glutes and is the best use of the machine if that is your goal.

And the leg press is the other loaded machine option. Similar quad work with less hip range and no need to support the torso at all, which makes it easier still to take close to failure.

What the evidence says

Bloomquist and colleagues compared deep and shallow squat training and found deep squatting produced greater quadriceps hypertrophy along with better strength gains across the range. Kubo and colleagues compared squat depths directly and found greater depth produced greater lower body muscle growth. Both are the central argument for using the range the machine allows rather than loading it heavily and cutting the depth.

Hartmann and colleagues examined knee joint loads at different squat depths and found the concerns about deep squatting are largely overstated, which is worth knowing given how often depth is discouraged. That work supports going as deep as your position allows rather than stopping at an arbitrary line.

Escamilla and colleagues compared biomechanics across the squat and leg press, and their findings support the general principle that machine and barbell versions of a pattern load the joints differently while training similar muscles. That is the basis for treating the hack squat as a specialisation rather than a substitute.

Pallares and colleagues found full range training beat partial range training across several measures, which points the same way.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure give the programming, and the machine's safety catches make the latter easier to act on here than almost anywhere else.

Common questions

Is the hack squat better than a barbell squat?

For quad development specifically, arguably yes, because it removes the trunk and balance limitations that often end a barbell set before the legs are done. For total strength, athletic transfer and whole-body development, no. They answer different questions, and plenty of good leg programmes contain both.

Where should my feet go?

Mid to low on the platform if you want quads, which is what most people are after. Higher if you want more glute and hamstring involvement. Shoulder width is a sensible default stance, with narrower emphasising the outer quad. It is worth spending a session trying two or three placements rather than assuming the first one is right.

How deep should I go?

At least until the thighs are parallel with the platform, and deeper if you can maintain contact between your hips and the pad. Both Bloomquist and colleagues and Kubo and colleagues found deeper training produced better muscle growth, and Hartmann and colleagues found the knee joint concerns about depth are largely overstated. The limit is your position, not an arbitrary rule.

Is it bad for the knees?

No more than any squat, and the fixed path means less can go wrong. Forward knee travel is normal and necessary here rather than something to avoid. Hartmann and colleagues examined knee loading across squat depths and found the common warnings overstated. If a specific position hurts, adjust foot placement or depth rather than avoiding the machine.

Hack squat or leg press?

The hack squat generally allows a longer range at the hip and more knee travel, which suits quad development. The leg press supports you completely, is easier to load heavily and is simpler to take close to failure. If your gym has both, use the hack squat as the main movement and the leg press as a higher rep follow-up.
