How to perform it

Seated in the abduction machine with the pads against the outside of your knees, push the legs apart, then return slowly under control.

  1. Set the starting width so the knees begin close together but comfortable.
  2. Sit down and place the pads against the outside of the knees.
  3. Put the feet flat on the platform with the shins roughly vertical.
  4. Choose upright or leaning slightly forward and hold that torso angle.
  5. Grip the handles lightly without pulling on them.
  6. Push the knees apart in a smooth, even movement.
  7. Stop at the end of your comfortable range rather than forcing it.
  8. Pause for a beat and squeeze the outer hips.
  9. Return over two to three seconds against the resistance.
  10. Stop just before the pads touch and push again.

Common mistakes

Letting the pads snap back

The return is half the exercise. Control it over two to three seconds instead of releasing it.

Changing torso angle mid set

Rocking forward and back turns the set into a series of slightly different exercises with momentum in each.

Loading it too heavy

A stack you can only move by bouncing trains nothing. This is a small muscle group.

Pulling on the handles

Yanking the handles drives the torso and hides how much the hips are actually doing.

Forcing the end range

Pushing beyond a comfortable width adds discomfort at the hip without adding stimulus.

What the seated hip abduction machine actually trains

The seated hip abduction machine is an isolation exercise in which you sit with pads against the outside of your knees and push your legs apart against resistance.

The muscles doing the work are the gluteus medius and gluteus minimus, which sit on the upper outer surface of the pelvis, along with the upper fibres of the gluteus maximus and the tensor fasciae latae at the front of the hip. Together they move the thigh away from the midline and control the pelvis when you stand on one leg.

This is the only common gym machine that loads that group directly, which is the strongest argument in its favour.

The upper outer glute is also the region that most changes the shape of the hip from the side and from behind. If that matters to you, direct abduction work is a reasonable way to train it, because squats and hinges load the gluteus maximus far more than the medius.

That said, the case is often overstated in two directions.

The first overstatement is that squats do nothing for the glutes. They do a great deal. Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing more growth than shallow ones. Abduction work adds to that; it does not rescue you from a squat programme that was already working.

The second overstatement is the injury prevention story. You will hear that weak glute medius causes knee valgus, which causes knee pain, which this machine fixes. Each link in that chain is more contested than the confident version suggests. Train it because it builds the muscle, not because you have been sold a mechanism.

Setting up and executing

Set the starting width so your knees begin close together without feeling crushed. Most machines have a pin or lever for this and most people leave it wherever the last person left it.

Sit down and place the pads against the outside of the knees, not the thighs. Put the feet flat on the platform with the shins roughly vertical.

Decide whether you are sitting upright or leaning slightly forward, and then hold that angle for the whole set. Both work. Changing between them mid set does not.

Grip the handles lightly. They are there to stop you sliding, not to pull on.

Push the knees apart in a smooth movement, stop at the end of your comfortable range, and pause for a beat.

Return over two to three seconds, stopping just before the pads touch, and push again.

The mistakes that cost you the most

Letting the pads snap back is the mistake almost everyone makes, and it removes half the exercise. The stack wants to close your legs, and if you simply stop resisting, gravity and the cable do the work. Roig and colleagues found eccentric training produced greater strength and mass gains than concentric training, and on a machine like this the eccentric is completely free. Take two to three seconds on the way in.

Changing torso angle mid set is the second most common fault. Rocking forward as you push and back as you return generates momentum and quietly turns a controlled set into a swinging one. Pick an angle and stay there.

Loading it too heavy is tempting because the stack numbers look small. They look small because the muscles are small. If the only way you can move the weight is by bouncing off the end range and yanking the handles, you are training nothing in particular.

Pulling on the handles is part of the same problem and worth naming separately, because it is so easy to do without noticing.

And forcing the end range adds discomfort at the hip without adding stimulus. Pallarés and colleagues found full range training beat partial range work, but full range means your range, not the machine's maximum.

Sets, reps and rest by goal

Moderate to high reps, moderate load, short rests.

For muscle gain, three sets of twelve to twenty with a minute of rest. For strength, three sets of ten to fifteen with ninety seconds, though hip abduction strength is not an end in itself for most people. In a fat loss phase, three sets of fifteen to twenty five with forty five seconds.

Because this is an accessory, treat it as volume you add rather than volume you build around. Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, and three to six sets a week of direct abduction work is a sensible amount alongside your squatting and hinging.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On this machine, though, failure is completely safe, so the last set is a reasonable place to push until the legs stop moving.

Partials at the widest point after a full range set are a legitimate way to add work here, since the resistance is greatest there.

Where it fits in your split

Late in a lower body session, after the compound work.

On push, pull and legs it goes on legs day after the squatting and hinging. On an upper and lower split it fits either lower session as a finisher. On a bro split it belongs on leg day, towards the end. On a full body programme it is optional and worth including only if glute development is a stated priority. On a bodyweight programme it is replaced by banded lateral walks or side leg raises.

Two sessions a week is plenty. The muscles are small, recover quickly and are already getting some work from every single leg movement you do.

The honest framing is that this machine is an addition to a lower body programme, not a component of one. If you are choosing between adding abduction work and adding a second hard set of squats or a hinge, add the squats. Once the main work is in place, this is a cheap and effective way to bias a region that the compounds under serve.

Variations worth knowing

Leaning forward in the machine changes the hip angle and shifts the emphasis within the abductor group, and is worth alternating with the upright version across blocks rather than mid set.

The standing cable abduction works one leg at a time from a low pulley, which gives a longer range and adds a balance demand on the standing leg.

The banded lateral walk uses a band around the knees while you step sideways, which is the portable version and a reasonable warm up.

The side leg raise is the floor version, unloaded but available anywhere, and useful for high rep work at home.

The Copenhagen plank trains the opposite action, hip adduction, and is worth knowing because the adductors are more neglected than the abductors.

And partials at the widest point, done after a full range set, extend the set where the leverage is hardest and the muscle is shortest.

What the evidence says

Vigotsky and colleagues wrote about how surface electromyography amplitudes should be interpreted in sport and rehabilitation research, which is directly relevant here because most claims about this machine trace back to EMG comparisons. Higher activation in a study does not reliably predict more growth, so the confident rankings of glute exercises you have read deserve more scepticism than they usually get.

Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing greater growth, which is the evidence that compound work already builds the glutes and that abduction is an addition rather than a replacement.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a complete push and a complete return.

Pedrosa and colleagues found training at long muscle lengths produced favourable adaptations, which supports controlling the return all the way in rather than stopping short of the lengthened position.

Roig and colleagues found eccentric training produced greater strength and mass gains than concentric work, which is the case for the slow return.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Does this machine actually build the glutes?

It builds the upper outer portion, the gluteus medius and minimus, which is the region squats and hinges load least. It does very little for the gluteus maximus as a whole, so it is a complement to your compound work rather than a substitute for it.

Should I lean forward or sit upright?

Both are fine and they emphasise slightly different parts of the abductor group. What matters is picking one and holding it for the whole set, because rocking between the two is how momentum gets into the movement.

Will it fix my knees caving in when I squat?

Possibly not. The chain from abductor strength to knee position to knee pain is far less established than the internet suggests. If your knees cave under load, the more reliable interventions are lowering the weight and practising the squat itself.

How is this different from banded lateral walks?

Same muscles, different resistance. The machine gives you a stack you can progress in defined increments and a seated position that removes balance. The band gives you a portable option with a standing hip position. If you have the machine, it is the better tool for growth.

Is it worth doing if I already squat and lunge heavily?

Only if you specifically want the upper outer hip developed, or you enjoy it and have time. Three sets twice a week is a small addition that will not interfere with anything, but it is not the missing piece in a programme that already includes hard compound leg work.
