How to perform it

Lying on a bench, press two dumbbells from a neutral grip at the chest, rotating the palms to face forward as you reach the top.

  1. Sit on a flat bench with a dumbbell on each thigh.
  2. Kick them up as you lie back and bring them to your chest.
  3. Start with the palms facing each other and the elbows tucked.
  4. Set the shoulder blades down and back and plant the feet.
  5. Press up while gradually rotating the palms to face forward.
  6. Finish with the dumbbells close together above the chest.
  7. Squeeze the chest for a beat at the top.
  8. Begin lowering while rotating the palms back towards each other.
  9. Return to a neutral grip as the dumbbells reach your chest.
  10. Keep the descent controlled over two to three seconds.

Common mistakes

Rotating all at once

A sudden flip at the top makes the twist decorative. Rotate gradually through the whole press.

Going too heavy

Rotating under load requires control. If you cannot rotate smoothly, the weight is wrong.

Flaring the elbows at the bottom

The neutral start exists to keep the elbows tucked. Flaring throws away the shoulder friendly part.

Clashing the dumbbells

Banging them together at the top is not a squeeze. Bring them close and contract.

Treating it as a strength lift

The rotation limits the load. Use it for chest work, not for chasing numbers.

What the dumbbell twist press actually trains

A dumbbell twist chest press is a flat dumbbell press that begins with a neutral grip, palms facing each other, and rotates to a pronated grip, palms facing forward, as you reach the top.

The pectoralis major does the pressing work, with the triceps and front delt assisting.

The rotation is the feature under discussion, and it is worth being accurate about what it does and does not achieve.

What it does is let you use the most comfortable position at the bottom and the strongest position at the top. The neutral grip at the chest keeps the elbows naturally tucked and the shoulder in a less provocative position, which is the same reason the neutral grip press is often recommended for people whose shoulders dislike barbell benching. Kolber and colleagues identify wide flared arm positions under load among those most often implicated in resistance training shoulder problems, and starting neutral avoids that at the point where the load is deepest.

What it also does is bring the arms closer together at the top, since rotating the palms forward naturally allows the dumbbells to finish nearer each other. That adds a small amount of horizontal adduction at lockout, which is where the chest is contracting hardest.

What it does not do is fundamentally change which muscles are trained. Studies measuring activity across pressing variations show grip and arm position shift the balance between the pectoralis, deltoid and triceps, but the differences are modest. This is a dumbbell press with a comfortable bottom and a better top, not a different exercise.

That is a perfectly good reason to do it. Just do not expect it to do something a well executed dumbbell press does not.

Setting up and executing

Sit on a flat bench with a dumbbell on each thigh, then kick them up as you lie back and bring them to your chest.

Start with the palms facing each other and the elbows tucked. Set the shoulder blades down and back and plant the feet.

Press up while gradually rotating the palms to face forward. The rotation should be spread across the whole press rather than happening in a flick at the top.

Finish with the dumbbells close together above the chest and squeeze for a beat.

Begin lowering while rotating the palms back towards each other, returning to a neutral grip as the dumbbells reach your chest. Two to three seconds down.

The mistakes that cost you the most

Rotating all at once, with the wrists flipping in the last few inches, makes the twist decorative rather than functional. Spread the rotation across the whole press so the arm path changes smoothly.

Going too heavy is the constraint that causes almost every other fault. Rotating a load under tension requires control, and if the rotation is not smooth the weight is wrong.

Flaring the elbows at the bottom discards the main benefit. The neutral start exists to keep the elbows tucked in the deepest position, and letting them swing wide anyway means you have taken the disadvantage of a lighter load without the advantage that justified it.

Clashing the dumbbells at the top is not a squeeze, it is a rest and a noise. Bring them close and contract the chest.

And treating it as a strength lift misreads the exercise. The rotation caps the load, so use it for chest work and put the heavy pressing elsewhere.

Sets, reps and rest by goal

For muscle gain, three sets of ten to fifteen with about ninety seconds of rest. For strength work, three sets of eight to twelve with two minutes, though a straight dumbbell or barbell press serves that goal better. In a fat loss phase, three sets of twelve to twenty with a minute.

Keep the tempo moderate. The rotation needs time, and reps that are too fast turn it into a flick.

Pause briefly at the top with the dumbbells close together. That position is the reason to bother rotating, and passing straight through it makes the whole thing pointless.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, so count these towards chest volume. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which is worth applying because the last reps of a heavy dumbbell set are where control of the rotation disappears.

Expect to use slightly less than your normal dumbbell press, since a rotating load is harder to stabilise.

Where it fits in your split

As a main or second pressing movement in a chest or push session.

On push, pull and legs it works as the primary press or the follow up to a barbell lift. On a bro split it comes after the barbell work on chest day. On an upper and lower split it is the horizontal press. On a full body programme it is a good single chest movement when time is short, because it covers a comfortable bottom and a strong top in one exercise.

The case for making it your main press is strongest if barbell benching bothers your shoulders. In that scenario, the neutral bottom position is the specific feature you want, and this gives it without giving up the pronated lockout entirely.

The case against making it your main press is that a straight dumbbell press or a neutral grip press does most of the same job with one less thing to manage, and allows a little more load.

Once or twice a week, three or four sets.

Variations worth knowing

The neutral grip dumbbell press keeps the palms facing each other throughout and is the most shoulder friendly version. If the reason you are here is shoulder comfort, this is the simpler answer.

The standard flat dumbbell press with a pronated grip allows the most load and remains the default for building chest size.

An incline twist press applies the same rotation on an inclined bench for the upper chest, and works well.

The Arnold press is the overhead application of the same rotating idea, for the shoulders rather than the chest.

The dumbbell crush press stays neutral and squeezes throughout, which emphasises the contraction rather than the arm path.

And ring push-ups let the rings rotate freely, so a similar path happens naturally without you having to steer it.

What the evidence says

Studies measuring muscle activity across pressing variations show that grip and arm position change the balance between pectoralis, deltoid and triceps contributions. The differences are real but modest, which supports treating the twist as a comfort and lockout improvement rather than a different training stimulus.

Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified wide flared arm positions under load among those most often implicated, which is the argument for a neutral grip at the bottom of the press.

Coratella and colleagues on bench angle supports the incline variation.

Research on the triceps heads shows different arm positions load them differently, relevant because the tucked start keeps the triceps engaged without letting them dominate.

Pallares and colleagues found full range training beat partial range training, supporting a full press with the chest touched at the bottom.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

Does the twist actually do anything?

Two useful things. It keeps the elbows tucked at the bottom, which is the deepest and least comfortable part of a press for most shoulders, and it lets the dumbbells finish closer together at the top, adding a little horizontal adduction where the chest contracts hardest. It does not change the exercise fundamentally.

Should I use it instead of the normal dumbbell press?

Only if the neutral bottom position solves a problem for you. If barbell or pronated dumbbell pressing bothers your shoulders, this is a good substitute. If nothing hurts, the standard press allows more load and is simpler.

When exactly should the rotation happen?

Gradually, across the entire press, so the arm path changes smoothly from neutral at the chest to pronated at lockout. A sudden flip in the last few inches means the rotation is happening after the work is done.

Can I do it on an incline?

Yes, and it works well. The neutral bottom position is particularly useful on an incline, where the shoulder is already in a more demanding position at depth. Same technique, bench set to around thirty degrees.

How much weight will I lose compared to a normal press?

A little, because a rotating load is harder to stabilise and the smooth rotation is the thing you have to protect. Expect a modest drop and do not chase it back by rushing the twist.
