How to perform it

Holding a straight bar on a low cable with an overhand grip, curl it to chest height keeping the elbows at your sides.

  1. Set a cable pulley to the lowest position and attach a straight bar.
  2. Take an overhand grip at roughly shoulder width.
  3. Step back until the cable is under tension with the arms straight.
  4. Stand upright with the feet hip width and the abs braced.
  5. Pin both elbows lightly against your ribs.
  6. Curl the bar upwards, keeping the wrists straight.
  7. Keep the knuckles pointing upwards throughout.
  8. Stop at roughly chest height and pause for a beat.
  9. Lower over three seconds until the arms are straight.
  10. Keep the cable under tension and start the next rep.

Common mistakes

Going too heavy

A pronated grip is far weaker than a supinated one. Loading it like a normal curl forces the wrists and torso to compensate.

Wrists collapsing

Letting the knuckles roll under turns this into a wrist curl and puts the load on the grip instead of the arm.

Elbows travelling forward

Driving the elbows up at the top brings in the shoulders and unloads the target muscles.

Cutting the bottom short

Stopping before the arms straighten removes the stretched position where the cable is most useful.

Standing too close to the pulley

Standing on top of the cable removes tension at the bottom, which is the reason to use a cable in the first place.

What the cable reverse curl actually trains

A cable reverse curl is an elbow flexion exercise performed with an overhand, pronated grip on a bar attached to a low pulley, curling from full extension to roughly chest height.

Turning the palms down changes which muscles do the work. With the forearm pronated, the biceps brachii is at a mechanical disadvantage and cannot contribute as much, so the brachialis underneath it and the brachioradialis on the thumb side of the forearm take a much larger share. The wrist and finger extensors on the back of the forearm work hard isometrically just to hold the bar in position.

That is the entire point of the exercise, and it is a reasonable one. The brachialis sits under the biceps and pushes it upwards as it grows, which adds thickness to the upper arm from the side. The brachioradialis is the muscle that gives a forearm its shape near the elbow. Neither gets much attention from supinated curling.

What a reverse curl does not do is change the shape of your biceps. Peak is a function of muscle belly length and insertion, which are fixed. If you have a short biceps belly, no curl variation will lengthen it.

Marcolin and colleagues compared curl variants with different grips and found real differences in biceps brachii and brachioradialis activity depending on forearm position, which supports the basic premise that grip changes the distribution of work.

The cable adds one specific thing over a barbell. With a low pulley you have tension at the bottom, where a free bar hanging at your thighs has almost none. Given that the bottom is where these muscles are longest, that is worth having.

Expect the loads to be humbling. A reverse curl is typically a third lighter than your supinated curl, and that is normal rather than a problem to fix.

Setting up and executing

Set a cable pulley to the lowest position and attach a straight bar. Take an overhand grip at roughly shoulder width.

Step back until the cable is under tension with your arms hanging straight. Standing right on top of the pulley throws away the reason you chose a cable.

Stand upright, feet hip width, abs braced. Pin both elbows lightly against your ribs.

Curl the bar upwards with the wrists held straight and the knuckles pointing at the ceiling. Do not let the hands roll under.

Stop at roughly chest height and pause for a beat. Reverse curls do not need to travel as high as supinated ones, because the elbows start drifting forward past that point.

Lower over three seconds until the arms are completely straight, then curl again without letting the stack rest.

The mistakes that cost you the most

Going too heavy is the fault that ruins this exercise. The pronated position is genuinely weaker, so loading it like a normal curl means the wrists bend, the torso swings and the elbows fly forward. Take a third off what you would use supinated and be pleased about it.

Wrists collapsing follows directly from that. When the knuckles roll under, the load shifts onto the grip and the wrist extensors and the arm stops working. The wrist should stay in a straight line with the forearm.

Elbows travelling forward is more tempting here than on a normal curl, because the top of the range is weak. Once the elbow rises, the front deltoid is lifting the bar. Keep them at your ribs and accept a shorter finish.

Cutting the bottom short removes exactly what the cable was providing. Pallarés and colleagues found full range training beat partial range work for strength and hypertrophy, and the stretched position at the bottom of a reverse curl is the part a barbell cannot load.

Standing too close to the pulley is the setup version of the same mistake. Take a step back so the line of pull is slightly forwards and the tension never disappears.

Sets, reps and rest by goal

Higher reps than a supinated curl, always. The muscles involved are small and the grip is the limiting factor, so heavy low rep work here mostly trains your hands to hurt.

For muscle gain, three sets of ten to fifteen with a minute rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of fifteen to twenty with forty five seconds.

Lower over three seconds. Roig and colleagues found eccentric training produced greater strength and mass gains than concentric training, and a light cable movement is exactly where a deliberate eccentric is worth the attention, because the concentric alone will never be heavy enough to be interesting.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Three to six sets a week of reverse or hammer work is enough to cover the brachialis and brachioradialis alongside your main curling.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which here means ending the set when your wrists start bending rather than when your arms give out. Grip failure is not arm failure.

If your grip gives out first every time, use straps and stop worrying about it.

Where it fits in your split

At the end of a pull or arm session, after the supinated curling.

On push, pull and legs it goes on pull day after the main curls. On a bro split it comes late on arm day. On an upper and lower split it fits at the end of either upper session. On a full body programme it is only worth a slot if arms and grip are a stated priority.

The sensible pattern is one supinated curl and one pronated or neutral movement per arm session. That covers the biceps in its strongest position and the brachialis and brachioradialis in theirs, and it takes about ten minutes.

Doing three different supinated curls and no reverse or hammer work is the more common error, and it is the one worth fixing.

Twice a week is fine. These are small muscles that recover quickly, and the forearm work carries over to grip on rows and deadlifts.

Variations worth knowing

The barbell reverse curl is the free weight equivalent, easier to load and progress but with no tension at the bottom of the range.

The EZ bar reverse curl uses an angled bar that puts the wrists in a slightly less strained position, which many people find they can tolerate for more reps.

The dumbbell reverse curl lets each wrist find its own angle, which helps if a fixed bar bothers you.

The hammer curl uses a neutral grip and trains the same brachialis and brachioradialis with considerably more load, which arguably makes it the more efficient exercise.

The rope hammer curl on a low cable combines the neutral grip with constant tension, and is the version most people should default to.

And the reverse preacher curl fixes the upper arms against a pad, removing every trace of body english at the cost of tension at the top.

What the evidence says

Marcolin and colleagues compared three curl variations and found different levels of biceps brachii and brachioradialis activity depending on grip and forearm position, which is the direct evidence that turning the palms over redistributes the work.

Lehman studied grip width and forearm pronation and supination during pressing and found that forearm rotation alters upper body muscle activity, supporting the more general point that where your palms face changes which muscles are recruited.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of muscle growth potential, which is worth holding onto here. Grip studies tell you the work has moved, not by exactly how much your brachialis will grow.

Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the full descent to straight arms that the cable makes worthwhile.

Roig and colleagues found eccentric training produced greater strength and mass improvements than concentric training, which supports the deliberately slow lowering on a movement that cannot be loaded heavily.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which sets the sensible weekly volume for a small accessory muscle.

Refalo and colleagues found comparable hypertrophy from sets stopped short of failure, which matters here because grip failure arrives before arm failure and is not the same thing.

Common questions

Why can I lift so much less than on a normal curl?

Because the biceps is at a mechanical disadvantage with the forearm pronated, so smaller muscles are doing proportionally more of the work. A third less weight is typical. Trying to close that gap is how people end up with sore wrists and swinging torsos.

Will reverse curls build my biceps peak?

No. Peak is determined by the length of your biceps belly and where it inserts, neither of which training changes. What reverse curls do build is the brachialis under the biceps and the brachioradialis in the forearm, which adds real thickness to the arm from the side.

Cable or barbell?

The cable keeps tension on at the bottom, where these muscles are longest and where a barbell gives you nothing. The barbell loads more easily and progresses more simply. If you have a free pulley, use it; if not, the barbell version is not a meaningful downgrade.

My wrists hurt. What should I change?

First take weight off, because most reverse curl wrist pain is a load problem. If it persists, switch to an EZ bar or dumbbells so the wrists are not locked into one angle, or move to hammer curls, which train the same muscles with the wrists in a neutral position.

Is this different enough from a hammer curl to do both?

Barely. Both target the brachialis and brachioradialis, and the hammer curl does it with more load and less wrist strain. If you only have one slot, take the hammer curl. The reverse curl earns its place mainly through the extra work it gives the forearm extensors, which is a small benefit rather than a distinct one.
