How to perform it
Lying face down on an incline bench, row both dumbbells from a full hang up to your sides, then lower under control.
- Set an adjustable bench to roughly thirty to forty five degrees.
- Place a dumbbell on each side of the bench.
- Lie face down with your chest on the pad and your feet braced.
- Pick up both dumbbells and let the arms hang straight.
- Set the shoulders down rather than letting them ride up.
- Brace the abs so the ribs stay against the pad.
- Row both dumbbells up by driving the elbows back.
- Finish with the dumbbells beside your ribs and the shoulder blades together.
- Pause for a beat at the top without lifting the chest.
- Lower under control over two to three seconds to a full hang.

Common mistakes
Chest coming off the pad
Lifting off the bench to finish a rep reintroduces exactly the cheating the exercise was chosen to remove.
Cutting the bottom short
Stopping before the arms are straight removes the stretched position where the latissimus dorsi is most loaded.
Pulling with the hands
Thinking about the hands turns the row into a biceps curl. Drive the elbows back instead.
Bench set too upright
A steep bench shortens the range and turns the movement into a shrug with dumbbells.
Rowing too high
Pulling the dumbbells towards the armpits with flared elbows shifts most of the work to the rear deltoid.

What the incline bench two-arm row actually trains
An incline bench two-arm dumbbell row is a horizontal pulling movement performed lying face down on an inclined bench, rowing both dumbbells simultaneously from a full hang up to your sides.
The latissimus dorsi and teres major drive the upper arm backwards and down. The rhomboids and middle trapezius retract the shoulder blades, the posterior deltoid assists, and the biceps and brachialis flex the elbow. The forearms work continuously just to keep hold of the dumbbells.
The chest support is the whole point of the exercise, and it changes two things.
The first is the lower back. A bent-over row asks the erector spinae to hold your torso horizontal under load for the whole set, and on heavy sets that becomes the limiting factor long before the lats do. Cholewicki and colleagues measured lumbar loads during heavy lifting and found them substantial, which argues for owning a row where the spine is not part of the equation.
The second is cheating. With your chest against a bench there is no hip extension available, no bouncing, and no gradual creep towards standing as the set gets hard. Every rep that goes up went up because your back pulled it.
That honesty is also the drawback. You will use less weight than on a bent-over row, and it will feel worse. The number on the dumbbells is smaller because the number on the bent-over row included your hips.
Rowing both arms at once rather than one is purely a time decision. Two arms is faster; one arm allows more range and more load per side.
Setting up and executing
Set an adjustable bench to roughly thirty to forty five degrees and place a dumbbell on either side.
Lie face down with your chest on the pad and your feet braced on the floor or the bench frame. Pick up the dumbbells and let your arms hang straight down.
Set the shoulders down rather than letting them ride towards your ears, and brace the abs so the ribs stay in contact with the pad.
Row both dumbbells by driving the elbows back, finishing with the dumbbells beside your ribs and the shoulder blades drawn together.
Pause for a beat without lifting your chest, then lower under control over two to three seconds until the arms are completely straight.
The mistakes that cost you the most
Chest coming off the pad is the fault that undoes the exercise. If you are arching to finish the last few reps, you have reintroduced the cheat you chose this row to remove. When the chest lifts, the set is over.
Cutting the bottom short is the second most common, and it costs real growth. Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and on a row the bottom is where the latissimus dorsi is stretched. Let the arms hang completely straight between reps.
Pulling with the hands rather than the elbows turns a back exercise into a long set of curls. Think about driving the elbows back past your ribs.
A bench set too upright shortens the range and turns the pull into a shrug. Thirty to forty five degrees is the useful window.
And rowing too high, with the elbows flared and the dumbbells travelling towards the armpits, shifts the work to the posterior deltoid. That is a legitimate variation if you choose it deliberately, and a mistake if you do not.
Sets, reps and rest by goal
Moderate loads, moderate reps, moderate rest. This is an accessory row rather than a maximal strength lift.
For muscle gain, four sets of eight to twelve with ninety seconds. For strength, four sets of six to eight with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.
Grip becomes the limiting factor faster than on a barbell row, since you are holding two dumbbells with no wrist wraps for most people. Straps are entirely reasonable here, and using them means the back gets trained rather than the forearms.
Progression is in dumbbell increments, which are large. Add reps until you can complete the top of your rep range on every set, then move up a pair.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and because this row adds no lower back fatigue, its sets are cheap to accumulate alongside deadlifting or heavy bent-over rowing.
Refalo and colleagues found training close to but short of failure produces comparable growth, which suits a movement where the failure rep is usually the one where your chest leaves the bench.
Where it fits in your split
As the main or second horizontal row in a pulling session.
On push, pull and legs it goes on pull day. On a bro split it comes after the vertical pulling on back day. On an upper and lower split it is the horizontal pull. On a full body programme it is a good rowing choice when the lower back is already taxed by squatting or deadlifting. On a bodyweight programme, inverted rows fill the role.
The best case for this row is precisely that last point. If your week already includes deadlifts, squats and a bent-over row, your erector spinae is doing plenty and your lats may not be. A chest supported row adds back volume without adding to that pile. Fenwick and colleagues compared rowing variations and found meaningful differences in trunk demand between them, which is the practical reason to own more than one row.
The case against it is load. You will never move as much weight here as on a barbell row, and for people whose priority is maximal pulling strength, that matters. For hypertrophy, it does not.

Variations worth knowing
The single arm dumbbell row, one side at a time with a bench for support, allows more load and more range per arm at the cost of double the time.
The chest supported T-bar row uses a fixed pad and bar path and is considerably easier to load heavily, which makes it the better choice when weight is the priority.
The seated cable row gives constant tension, a similar pulling angle and no bench setup at all.
The barbell bent-over row is the free version, which allows the heaviest loading but puts the lower back squarely in the exercise.
A prone incline Y-raise uses the same bench position with straight arms and light weights, biasing the lower trapezius instead of the lats.
And rowing to the hips rather than the ribs, with the elbows tucked close, shifts the emphasis further onto the latissimus dorsi.
What the evidence says
Fenwick and colleagues compared different rowing exercises and measured trunk muscle activation and lumbar spine loading, finding meaningful differences between supported and unsupported variations, which is the mechanical basis for choosing a chest supported row when spinal load is a concern.
Lehman and colleagues examined muscle activation during traditional latissimus dorsi exercises and found grip and pulling angle change the distribution of work without changing which muscles are involved, which is why row variations differ less than the internet claims.
Kara and colleagues measured trapezius activation across scapular retraction exercises and found the middle and lower trapezius are well recruited by rowing patterns, supporting the scapular retraction at the top of each rep.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and found them considerable, which supports having at least one rowing option that removes the spine from the equation.
Pallares and colleagues found full range training beat partial range training for strength and hypertrophy, supporting the full hang at the bottom of every rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the case for adding supported rowing volume on top of your heavy pulling.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which fits a movement where the failure rep is the one your chest leaves the pad on.
Common questions
How is this different from a single arm dumbbell row?
Only in time and range. One arm at a time lets you use more weight per side and travel a little further, but takes twice as long. Two arms at once is the efficient version. The muscles worked and the training effect are essentially the same, so pick on the basis of how long you want the session to be.
What bench angle should I use?
Thirty to forty five degrees. Flatter puts your face on the pad and shortens the room the dumbbells have to travel; steeper turns the row into an upright shrug. Within that window, lower is more lat biased and higher is more upper back biased.
Why can I lift less than on a bent-over row?
Because a bent-over row includes hip extension, a bounce and whatever body English creeps in as the set gets hard. Remove all of that and the honest number is smaller. That is the exercise working correctly, not a problem with it.
Should I use straps?
Yes, if your grip fails before your back does. You chose this exercise to train the lats, and losing the set to your fingers defeats that. Train grip separately if you care about it.
Does this replace bent-over rowing?
For hypertrophy, largely. For maximal pulling strength and for training the erector spinae to hold position under load, no. Running both across a week, one heavy and free, one supported and strict, is more useful than arguing about which is better.
