A reverse lunge with the trailing leg crossing behind. A rotated lunge pattern that is frequently oversold as glute medius work.

How to perform it

Step one leg diagonally behind and across the other, lower until both knees are bent, then return to standing through the front leg.

  1. Stand tall with the feet hip width apart.
  2. Brace the abs and keep the chest up.
  3. Step one foot diagonally behind and across the other leg.
  4. Land on the ball of that trailing foot.
  5. Keep the hips and shoulders facing forwards.
  6. Bend both knees and lower under control.
  7. Stop when the trailing knee is just short of the floor.
  8. Keep the front shin roughly vertical or slightly forward.
  9. Drive up through the front heel to return to standing.
  10. Complete the reps on one side, then swap.

Common mistakes

Letting the hips rotate

Turning the pelvis with the step removes the crossover and turns it into a normal reverse lunge at an angle.

Crossing too far

An extreme crossover narrows your base to nothing and makes balance the limiting factor rather than the leg.

Front knee collapsing inwards

The crossover encourages the front knee to fall towards the midline. Keep it tracking over the foot.

Adding load too early

This is a balance limited movement. Weights magnify a wobble rather than fixing it.

Expecting it to build the side glute

The pattern is mostly hip extension. Treating it as targeted abductor work leads to disappointment.

Cable hip abduction

If the side glute is the goal, direct abduction work does it far better.

Bulgarian split squat

A far more productive single leg exercise if leg size is what you want.

What the curtsy lunge actually trains

A curtsy lunge is a single leg exercise in which you step one leg diagonally behind and across the other, lower until both knees are bent, and then return to standing through the front leg.

The front leg does most of the work. The quadriceps extend the knee and gluteus maximus extends the hip, exactly as in a reverse lunge. The crossover adds a rotational element that the hip external rotators and the obliques have to resist, and the front hip sits in a slightly adducted position throughout.

That last detail is where the marketing comes from, and it deserves scrutiny.

The curtsy lunge is widely sold as a glute medius exercise. The reasoning is that because the working hip is adducted, the abductors must be working hard to control it. There is something to that, but it is a long way from what is claimed. The gluteus medius here stabilises a position; it does not produce the movement, which is knee and hip extension.

If you want to load the gluteus medius, do something where hip abduction is the movement rather than the thing being resisted. A cable abduction, a banded walk or a side lying raise loads it far more directly, and without the balance demand.

That is not a reason to dismiss the exercise. It is a perfectly reasonable rotated lunge variation, and if you enjoy it, it counts. It is a reason to stop expecting it to do something it does not.

The honest summary: a reverse lunge with a crossover, more balance demand and less loading potential.

Setting up and executing

Stand tall with the feet hip width apart. Brace your abs and keep the chest up.

Step one foot diagonally behind and across the other leg, landing on the ball of that trailing foot. The step goes behind and out, not straight back.

Keep your hips and shoulders facing forwards. This is the technical point that makes it a curtsy lunge rather than a reverse lunge at an angle. If the pelvis rotates with the step, you have removed the crossover.

Bend both knees and lower under control until the trailing knee is just short of the floor. Keep the front shin roughly vertical or leaning slightly forward.

Drive up through the front heel to return to standing.

Complete all the reps on one side before swapping. Alternating makes it a coordination drill more than a strength one.

The mistakes that cost you the most

Letting the hips rotate is the most common fault, and it quietly converts the exercise into something else. As the trailing leg crosses, the pelvis wants to follow. Allow that and the crossover disappears; you are doing a diagonal reverse lunge.

Crossing too far narrows your base to almost nothing. Beyond a moderate crossover, balance becomes the limiting factor and the legs stop being challenged. A step landing roughly behind the opposite heel is enough.

The front knee collapsing inwards is encouraged by the geometry, because the crossover pulls the hip into adduction. Escamilla's work on knee biomechanics describes how joint loading responds to position, and there is no reason to spend time in a position you can easily improve.

Adding load too early is a mistake on any balance limited exercise. Dumbbells do not stabilise you; they amplify what your position already was.

And expecting it to build the side glute is the mistake that sends people here in the first place. If that is your goal, do direct abduction work.

Sets, reps and rest by goal

Moderate to high reps and modest loads, because balance sets the ceiling.

For muscle gain, three sets of ten to fifteen per leg with a minute rest. For strength, three sets of eight to ten per leg with ninety seconds, though this is not a strength exercise in any serious sense. In a fat loss phase, three sets of twelve to twenty per leg with forty five seconds.

Load it with a single weight at the chest rather than dumbbells at your sides. Stastny and colleagues found that where you carry a dumbbell changes muscle activity in split squats and lunges, and a front held weight also acts as a counterbalance.

Progress by reps and by control before load. Getting from wobbly sets of eight to smooth sets of fifteen is genuine progress here.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but be realistic about scale. A few sets of these is a minor contribution to leg volume.

Refalo and colleagues found stopping short of failure produces comparable growth, convenient because the last usable rep here is defined by balance rather than by the muscle.

Where it fits in your split

At the end of a leg session, as an accessory.

On push, pull and legs it goes last on leg day. On a bro split it comes at the end. On an upper and lower split it is optional accessory work in the lower session. On a full body programme it only earns a place if you have time to spare. On a bodyweight programme it works at higher reps.

Its place at the end is not an insult, it is an accurate reflection of what it contributes. The loads are limited, the balance demand caps the intensity, and everything it trains is trained more efficiently by something earlier in the session.

The library already contains walking lunges, a back squat and a Bulgarian split squat. All three do more for the legs than this does.

The reasonable case for including it is variety and enjoyment. If a rotated lunge pattern feels good and keeps you doing your accessory work, programme it. The unreasonable case is the one it usually gets sold on.

Once a week, if at all.

Variations worth knowing

The reverse lunge is the straight backward version, easier to balance, easier to load and more productive per set.

The lateral lunge trains the frontal plane properly rather than approaching it through rotation, and is the better choice if sideways movement is what you are after.

The goblet curtsy lunge holds a weight at the chest, which counterbalances the crossover and makes the position considerably easier to control.

Performing the curtsy lunge from a low step lets the trailing leg travel further before the knee reaches the floor, which lengthens the range at the front hip.

Cable hip abduction is the honest answer if the gluteus medius was your goal, since it makes abduction the movement rather than a stabilising demand.

And the Bulgarian split squat is what to do instead if you want a single leg exercise that actually builds leg size, since the fixed rear foot removes the balance limit and lets you load properly.

What the evidence says

Stastny and colleagues studied how dumbbell carrying position changes muscle activity in split squats and walking lunges, and found load placement shifts the demand between hip and knee extensors.

Speirs and colleagues compared unilateral and bilateral squat training in academy rugby players and found similar improvements in strength and sprint performance, worth remembering whenever a single leg exercise is presented as essential.

Liao and colleagues, in a meta-analysis of unilateral against bilateral training, found comparable outcomes across strength, jump and change of direction measures. Single leg work is useful; it is not magic.

Vigotsky and colleagues analysed how surface electromyography amplitudes should and should not be interpreted, which is directly relevant. Most claims that this exercise targets the gluteus medius trace back to activation readings being treated as evidence of growth potential, which is not what they show.

Escamilla's review of knee biomechanics during the dynamic squat describes how joint forces respond to knee position and depth, supporting the cue to keep the front knee tracking over the foot.

Schoenfeld and colleagues on training volume found a dose response between weekly hard sets and muscle growth, which puts a balance limited accessory in perspective.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which fits an exercise where technique fails before the muscle does.

Common questions

Does this really work the glute medius?

Not in the way it is usually claimed. The gluteus medius stabilises the hip while the movement happens, but the movement itself is hip and knee extension, driven by gluteus maximus and the quadriceps. Claims to the contrary generally rest on muscle activation readings, and Vigotsky and colleagues have set out clearly why activation amplitude is not a good proxy for training effect. If you want the side glute, do direct abduction work.

How is it different from a reverse lunge?

The trailing leg crosses behind and across rather than stepping straight back, which puts the working hip into slight adduction and adds a rotational demand your hips and obliques have to resist. Everything else is the same. It is a variation of the reverse lunge, not a separate exercise, and the reverse lunge loads better.

Should I use weights?

Only once the bodyweight version is steady, and then a single weight held at the chest rather than dumbbells at your sides. The counterbalance helps you hold the position. If you find yourself fighting to stay upright, the load is doing more harm than good.

How far should I cross over?

Enough that the trailing foot lands roughly behind the opposite heel, and no further. An extreme crossover shrinks your base of support until balance is the only thing being trained, and it drags the front knee inwards.

Is it worth doing at all?

If you like it, yes, as end of session accessory work. It is a reasonable lunge variation. What it is not is a uniquely effective glute exercise or a substitute for the squats and split squats that actually build your legs.
