How to perform it

From standing, step one foot backwards and lower until both knees are bent to about ninety degrees, then drive back to standing through the front leg.

  1. Stand tall with the feet hip width apart.
  2. Hold dumbbells at your sides or keep the hands free.
  3. Brace the abs and set the ribs down.
  4. Step one foot straight back, landing on the ball of that foot.
  5. Lower the back knee towards the floor under control.
  6. Stop when the back knee is just short of touching down.
  7. Keep roughly seventy per cent of your weight on the front foot.
  8. Allow a slight forward lean of the torso.
  9. Drive through the front heel to return to standing.
  10. Complete all reps on one side or alternate, then repeat.

Common mistakes

Stepping back too short

A short step forces the front knee far forward and crowds the position. Step back far enough that both knees can reach roughly ninety degrees.

Sitting back on the rear leg

Pushing off the back foot turns this into a weak two legged squat. The front leg should do most of the work.

Bolt upright torso

Staying perfectly vertical removes the hips from the movement and pushes everything onto the front knee. A slight forward lean is correct.

Crashing the back knee down

Dropping onto the floor removes the control that makes the exercise useful and hurts on a hard surface.

Loading before you can balance

If the unloaded version wobbles, dumbbells will not fix it. Earn the pattern first, then add weight.

Finishing each rep by driving the rear knee up, adding a balance and conditioning element.

What the reverse lunge actually trains

A reverse lunge is a single leg exercise in which you step one foot backwards from standing, lower until both knees are bent to roughly ninety degrees, and then drive back to standing through the front leg.

The front leg does the work. The quadriceps, principally vastus lateralis, vastus medialis and rectus femoris, extend the knee, while gluteus maximus and the hamstrings extend the hip. Adductor magnus contributes more than most people expect, since it acts as a hip extensor from a flexed position. The back leg gets a hip flexor stretch and a little support, but it is not the point.

The reason to choose this over a forward lunge is mechanical rather than cosmetic.

Stepping forwards means decelerating your bodyweight into the step. The front knee absorbs that, and the shin travels further over the foot as you catch yourself. Stepping backwards, the front foot never moves. It stays planted, the shin angle stays modest, and you sit into the hip instead of falling into the knee.

The result is a more hip dominant lunge with a noticeably calmer feel at the front knee. If forward lunges bother your knees, this is the substitution to make before you abandon lunging.

Be precise about what that does not mean. Knee travel past the toes is not a fault, and Hartmann and colleagues, reviewing knee and spinal loading across squat depths, found the alarm about deep knee flexion poorly supported. The reverse lunge is not safer in some absolute sense; it simply demands less of the front knee for the same leg work.

The load is optional. Unloaded, this is a conditioning movement you can do anywhere. With thirty kilos in your hands it is a serious leg builder. The pattern does not change, only the stimulus.

Setting up and executing

Stand tall with your feet hip width apart. Hold dumbbells at your sides if you are loading it, or leave your hands free.

Brace your abs and set the ribs down before you move.

Step one foot straight back and land on the ball of that foot. Step, then lower, rather than both at once. A short step crowds the front knee; you want enough distance that both knees can reach roughly ninety degrees.

Lower the back knee under control until it is just short of touching. Keep around seventy per cent of your weight on the front foot throughout.

Allow a slight forward lean. This is not sloppy form; it is how the glutes and hamstrings get into the movement rather than everything landing on the front knee.

Drive up through the front heel. Complete all reps on one side before switching, or alternate if you prefer the conditioning effect.

The mistakes that cost you the most

Stepping back too short undoes the reason you chose this variation. A cramped step pushes the front knee a long way forward and turns the movement back into the thing you were avoiding. Take a full stride.

Sitting back on the rear leg is the second. If you push off the back foot to stand up, you have converted a single leg exercise into a weak two legged one. The back foot is a kickstand, not a driver.

A bolt upright torso feels disciplined and is wrong here. Holding the trunk vertical removes the hip extensors and leaves the front knee to do everything. Schoenfeld's analysis of squatting kinematics makes the point: torso angle is the dial that shifts load between hip and knee.

Crashing the back knee into the floor wastes the descent, which is where much of the value sits.

Loading before you can balance is the last one. Dumbbells do not stabilise you, they magnify what you were already doing.

Sets, reps and rest by goal

Count sets per leg, not per set of both legs, and be honest that this doubles the time cost.

For muscle gain, three sets of eight to twelve per leg with ninety seconds rest. For strength, four sets of six to eight per leg with two minutes. In a fat loss phase, three sets of twelve to twenty per leg with a minute.

Higher reps are more useful here than very heavy loads. The limiting factor on a heavily loaded reverse lunge is usually grip and balance rather than the working leg, which is a poor way to run out of a set. If you want to go genuinely heavy, put a bar on your back.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. Single leg sets count towards leg volume, but only for the leg doing them, which is the accounting error people make comparing unilateral and bilateral work.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth. That is convenient here, because the last rep before failure on a lunge is usually where balance goes rather than where the muscle gives out.

Where it fits in your split

After the main squat or hinge, in the middle of a leg session.

On push, pull and legs it sits on leg day, second or third. On a bro split it goes in the middle of the session. On an upper and lower split it is the unilateral lift in the lower session. On a full body programme it is a good second leg movement, especially when the squat rack is occupied. On a bodyweight programme it works unloaded at higher reps.

The library already has walking lunges and a back squat, so the sensible question is what this adds.

Against the back squat, nothing: the squat loads more muscle at once and progresses in a way single leg work never will. Use it as your leg builder and this as the accessory.

Against the walking lunge, the difference is real but narrow. Walking lunges add a forward landing and cover ground. Reverse lunges are more knee friendly. If your knees are fine, either works. If they are not, this is the one.

Once or twice a week is enough.

Variations worth knowing

The walking lunge steps forward continuously, adding a landing demand and a conditioning element this variation lacks.

The deficit reverse lunge has you stand on a low platform so the back knee travels below the front foot, lengthening the range at the front hip.

The Bulgarian split squat fixes the rear foot on a bench and removes the step, allowing more load and less balance interference.

A barbell reverse lunge puts the load on your back rather than in your hands, removing the grip limit, though the balance demand rises.

The goblet reverse lunge holds a single weight at the chest, which acts as a counterbalance and makes it much easier to keep the torso in a good position.

And the reverse lunge with a knee drive finishes each rep by driving the rear knee up to hip height, turning it into a balance and conditioning drill rather than a pure strength movement.

What the evidence says

Stastny and colleagues examined how dumbbell carrying position changes muscle activity in split squats and lunges, and found that where you hold the load alters the demand on the hip and knee extensors.

Speirs and colleagues compared unilateral and bilateral squat training in rugby players and found broadly similar improvements in strength and sprint performance, a useful corrective to the idea that single leg work is uniquely necessary.

Liao and colleagues, in a meta-analysis of unilateral against bilateral training, reached a similar conclusion, with no dramatic advantage either way.

Hartmann and colleagues analysed knee and spinal loading across squat depths and weights, and their work undercuts the claim that deep knee flexion is inherently harmful. It supports treating this as a comfort choice rather than a safety one.

Schoenfeld's review of squatting kinematics describes how trunk angle shifts load between hip and knee, which is the lever you use when you allow a slight forward lean.

Schoenfeld and colleagues on training volume found a dose response between weekly hard sets and muscle growth, which is why the per leg accounting matters.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy, which suits an exercise where balance fails before the muscle does.

Common questions

How is this different from a walking lunge?

Direction of travel, and what that does to the front knee. Stepping forward means catching your bodyweight, which drives the shin further over the foot. Stepping back keeps the front foot planted and lets you sit into the hip. They train the same thing with a different bias.

Do I need dumbbells?

No. Unloaded reverse lunges are a legitimate exercise at higher reps, and they are the right starting point if your balance is not settled. Load is optional, and the obvious way to progress once bodyweight sets of twenty per leg have stopped being hard.

Should my torso stay upright?

No, a slight forward lean is correct. Staying vertical loads the front knee more and the hips less, which is the opposite of why you picked this variation.

Is single leg work necessary to fix imbalances?

Probably not in the way it is usually claimed. The research comparing unilateral and bilateral training does not show single leg work producing dramatically different outcomes, and small side to side differences are normal rather than a fault to be corrected. Do lunges because they load the leg well and need almost no equipment.

Where should I feel it?

Mostly in the front leg quadriceps and glute, with a stretch through the front of the rear hip. If you feel it mainly in the back leg, you are pushing off it. If you feel it only at the front knee, your step is too short or your torso is too upright.
