How to perform it
Supported on a pair of rings with the arms straight, lower the body until the shoulders reach the hands then press back up.
- Set a pair of rings at roughly hip height with enough clearance beneath them.
- Grip a ring in each hand and press up to a supported position with the arms straight.
- Turn the rings out so your palms face forward and lock that position.
- Squeeze the rings in against your sides and brace the abs hard.
- Cross the ankles and keep the legs still.
- Lower under control by bending the elbows, keeping them tucked close.
- Fight the rings' tendency to drift outward the whole way down.
- Stop when the upper arms are around parallel to the floor.
- Press back up by driving through the palms and pulling the rings in.
- Turn the rings out again at the top, then descend for the next rep.

Common mistakes
Attempting reps before a support hold
If you cannot hold the top position steady for thirty seconds, you are not ready to lower into it. Build the hold first.
Letting the rings drift out
The rings want to travel away from your body under load, which puts the shoulder in a weak position. Squeeze them in against your sides.
Going too deep
Dropping the shoulders well below the elbows on an unstable support is the single riskiest thing you can do here. Upper arms parallel.
Skipping the turnout
The rotation at the top is the strongest and most stable position on the rings. Reaching it every rep is part of the exercise.
Treating bar dips as sufficient preparation
Bar dips build the pressing strength but none of the stability. Expect a large drop in reps and progress accordingly.

Variations and swaps
Bar dip
The same movement on fixed parallel bars. The prerequisite, and much more stable.
Band assisted ring dip
A band looped through the rings under the knees or feet. The main way to scale in.
Ring support hold
Holding the top position with the rings turned out. The foundation, and worth training on its own.
Negative ring dip
Lowering slowly from the top and stepping back up. Builds the strength quickly.
Weighted ring dip
A belt with plates once bodyweight reps are comfortable. Genuinely advanced.
Ring push-up
The horizontal version, far easier and the sensible place to start on rings.
What ring dips actually train
A ring dip is a dip performed on gymnastic rings. The chest, triceps and front delts do the pressing, exactly as on parallel bars.
Everything else is different. On bars, the support is fixed and your only job is to press. On rings, the support moves. The rings can swing forward, backward and outward, and they rotate freely. Holding them still while your full bodyweight hangs from them is most of the work.
This is why ring dips are so much harder than bar dips. It is not that the pressing demand is greater. It is that a large fraction of your effort goes into stabilising, and the shoulder stabilisers and trunk are working continuously rather than intermittently.
Most people who can do fifteen bar dips manage two or three ring dips on their first attempt, and the failure is rarely the chest giving out. It is the rings sliding away from the body.
That is also the risk. The shoulder is under bodyweight in a position where nothing is holding your arms in place, and if the rings drift wide, the joint ends up loaded in a position it handles poorly. Kolber and colleagues, reviewing resistance training shoulder injuries, identify loaded end ranges and wide flared positions as those most often implicated.
The response is not to avoid the exercise but to build up to it properly, starting with a support hold and never going deeper than upper arms parallel.
Setting up and executing
Set a pair of rings at roughly hip height with enough clearance beneath them.
Before anything else, build a support hold. Grip a ring in each hand, press up to a supported position with the arms straight, turn the rings out so your palms face forward, and hold. If you cannot keep that steady for thirty seconds, you are not ready to lower into it, and that is the honest entry requirement.
For the dip itself, from the turned out support position, squeeze the rings in against your sides and brace the abs hard. Cross the ankles.
Lower under control by bending the elbows, keeping them tucked close and fighting the rings' tendency to drift outward. Stop when the upper arms are around parallel to the floor.
Press back up by driving through the palms and pulling the rings in, and turn them out again at the top.
The mistakes that cost you the most
Attempting reps before a support hold is the sequencing error and the one that causes most of the trouble. The top position is the easiest part of the exercise. If you cannot hold it steadily, lowering into a harder position with a bodyweight load is not a good next step.
Letting the rings drift out is the failure mode of every ring dip. The load pulls them away from your body, your arms end up wide, and the shoulder is loaded in its least stable configuration. Squeeze the rings against your sides for the entire rep.
Going too deep compounds it. Dropping the shoulders well below the elbows is already the most contentious part of a bar dip. On an unstable support it is the single riskiest thing available. Upper arms parallel is enough.
Skipping the turnout removes the strongest position on the rings. External rotation at the top puts the shoulder and scapula in a far better place under load, and reaching it every rep is part of the exercise.
And treating bar dips as sufficient preparation sets up a disappointing first session. They build the pressing strength and none of the stability.
Sets, reps and rest by goal
For muscle gain, three sets of five to ten with two minutes of rest. For strength work, three to four sets of three to eight with two to three minutes. In a fat loss phase, three sets of six to twelve with ninety seconds.
Rep numbers are low here and that is normal. If you are doing fifteen ring dips, you are an advanced trainee and should be adding weight.
The progression path is worth following in order. Support hold, then negatives lowering slowly from the top, then band assisted reps, then unassisted reps, then weighted. Skipping steps here is not efficient, it just means poor reps.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and these count towards chest and triceps pressing volume. Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, and that advice deserves particular weight here, because a failed ring dip is an uncontrolled descent on an unstable support.
Stop when the rings start moving, not when the arms give out.
Where it fits in your split
Early in a push or chest session, while you are fresh. This is not a finisher. Stability work performed tired is where things go wrong.
On push, pull and legs it goes on push day. On an upper and lower split it is a main pressing movement. On a bro split it belongs first or second on chest day.
For anyone training with rings, it is the top of the vertical pressing progression, sitting above bar dips. Pair it with ring rows or pull-ups and you have a complete upper body session from one piece of equipment.
If you train mainly on machines and barbells, ring dips are a useful complement precisely because they supply the stabilising demand those remove. Two or three sets once a week is enough for that purpose.
Do not programme them the day after heavy shoulder work.
Variations worth knowing
The bar dip is the prerequisite. Fifteen clean bar dips is a reasonable entry requirement, and even then expect a large drop.
Band assisted ring dips, with a band looped through the rings and under the knees or feet, are the main scaling tool and let you train the actual movement rather than a substitute.
The ring support hold is the foundation and worth training as an exercise in its own right. Thirty seconds with the rings turned out and steady is the gate.
Negative ring dips, lowering slowly from the top and stepping back up, build the strength faster than almost anything else and are the standard bridge to full reps.
Weighted ring dips, with a belt and plates, are genuinely advanced and should not be attempted until unassisted reps are comfortable and stable.
And ring push-ups are the horizontal version and the sensible place to start on rings, being far easier while teaching the same stability lessons.
What the evidence says
Kolber and colleagues reviewed shoulder injuries associated with resistance training and identified the loaded positions and practices most often implicated, including deep loaded pressing and wide arm positions. That is the direct basis for the depth limit and for keeping the rings tight to the body.
Research on scapular control and shoulder stability supports the turnout at the top, which places the shoulder in external rotation with the scapula in a stronger position under bodyweight load.
McGill and colleagues reviewed core training and its role in performance, which is relevant because trunk bracing is a genuine part of holding a ring support and is often what fails first.
Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across them, supporting the principle that support conditions change the demand substantially.
Pallares and colleagues found full range training beat partial training, though here full range means the range the shoulder handles well rather than the maximum the rings allow.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, and the latter matters because failing a ring dip means an uncontrolled descent.
Common questions
Why are ring dips so much harder than bar dips?
Because the rings move. On bars, your hands are fixed and all your effort goes into pressing. On rings, a large share of your effort goes into keeping the rings from swinging or sliding outward, which recruits the shoulder stabilisers and trunk continuously. Most people who do fifteen bar dips manage two or three ring dips at first.
How do I know when I am ready?
Two tests. Around fifteen clean bar dips, and a thirty second ring support hold with the rings turned out and steady. The support hold is the more important one, because it tells you whether you can control the easiest part of the movement before you try the hard part.
How deep should I go?
Until the upper arms are around parallel to the floor. Going deeper loads the front of the shoulder in a position it handles poorly, and doing that on an unstable support is the riskiest thing available on this exercise. There is very little to gain from the extra depth.
What is the turnout and do I need it?
Turning the rings so your palms face forward at the top. Yes, you need it. It puts the shoulder into external rotation with the scapula in a stronger position, which is both safer and stronger under load. Learn it as part of the movement rather than adding it later.
Should I do these instead of bar dips?
Not instead of, alongside. Bar dips let you load the pressing pattern much more heavily, which is what builds size and strength. Ring dips add the stability demand that bars remove. If you had to pick one for chest development, bar dips with added weight would be the more productive choice.
