How to perform it

Seated at a low cable pulley with the feet braced, pull the handle to your lower abdomen and return to a full stretch under control.

  1. Attach a close grip handle to a low pulley and sit down.
  2. Brace the feet on the platform with the knees softly bent.
  3. Lean forward and take the handle in both hands.
  4. Sit up until the torso is roughly vertical with the arms straight.
  5. Brace the abs and set the chest up.
  6. Let the shoulder blades slide forward into a full stretch.
  7. Pull the elbows back and down towards your ribs.
  8. Bring the handle to your lower abdomen.
  9. Squeeze for a beat with the shoulder blades together.
  10. Return over two to three seconds to the full stretch.

Common mistakes

Rowing with the torso

Rocking back and forth turns a back exercise into a low quality hinge. The torso stays close to still.

Cutting the stretch

Holding the shoulder blades pinned at the bottom removes a third of the range. Let them travel forward.

Pulling to the chest

A high pull line turns this into an upper back row. Aim for the lower abdomen.

Elbows flaring wide

Wide elbows shift the work to the rear delts and traps. Keep them close to the ribs.

Letting the stack drop

Rushing the return wastes the eccentric, which is free work on a cable.

What the cable low row actually trains

A cable low row is a seated horizontal pull in which you draw a handle from a low pulley to your lower abdomen and return it to a full stretch under control.

The latissimus dorsi and the teres major do the heavy work of pulling the upper arm back and down. The rhomboids and the middle trapezius retract the shoulder blades, the posterior deltoid assists, and the biceps and brachialis flex the elbow throughout.

The reason this is one of the most useful pulls available comes down to what it does not cost you.

A barbell bent over row loads the same muscles, but the erector spinae has to hold your torso horizontal for the whole set, so the exercise ends when your lower back gives out rather than when your lats do. Fenwick and colleagues compared rowing variations and found meaningful differences in trunk activation and lumbar spine load between them, with supported and cable based rows placing less demand on the spine than free bent over versions. Sitting down and bracing your feet removes that constraint. The back muscles become the limiting factor, which is the whole idea.

The cable adds constant tension. A dumbbell row is hardest halfway up and nearly weightless at the top of the pull. A cable pulls the same amount at every point in the range, including at full stretch with the arms extended, which is exactly where a rowing movement is most useful and where free weights give you the least.

What it does not do is anything mystical about thickness. Rows and pulldowns train the same muscles in different lines of pull, and the folk taxonomy assigning width to one and thickness to the other has no basis. What differs is the arm path, and both grow the same tissue.

Setting up and executing

Attach a close grip handle to a low pulley and sit down with the feet braced and the knees softly bent.

Lean forward, take the handle, and sit up until your torso is roughly vertical with the arms straight in front of you.

Brace the abs and set the chest up. Let the shoulder blades slide forward so the lats reach a genuine stretch.

Pull the elbows back and down towards your ribs, bringing the handle to your lower abdomen rather than your chest.

Squeeze for a beat with the shoulder blades drawn together, then return over two to three seconds until the arms are straight and the shoulder blades have travelled forward again.

The mistakes that cost you the most

Rowing with the torso is the fault that defines this exercise. As the weight climbs, the body starts leaning forward on the return and hauling backwards on the pull, which is a slow hip hinge with a handle attached. A small amount of movement is fine and probably unavoidable at heavy loads. Twenty degrees of swing is a different exercise, and a worse one.

Cutting the stretch is the next most costly. People are told to keep the shoulder blades pinned back, which sounds disciplined and removes a third of the range. Ludewig and Reynolds documented how scapular movement contributes to normal shoulder function, and a shoulder blade that cannot travel forward is not a healthier one. Let it come.

Pulling to the chest changes the exercise into a high row. That is a legitimate movement, but it is not this one, and doing it by accident means you never load the lower pull line properly.

Elbows flaring wide shifts work to the rear delts and upper traps and takes it away from the lats.

And letting the stack drop back wastes the eccentric, which on a cable costs nothing but a couple of seconds of attention.

Sets, reps and rest by goal

This is a main movement for the back, so treat it as one.

For muscle gain, four sets of eight to twelve with ninety seconds rest. For strength, four sets of six to eight with two minutes. In a fat loss phase, three sets of twelve to fifteen with a minute.

Because there is no spinal cost worth mentioning, you can push the last set close to failure without the technique falling apart. That is a real advantage over free weight rowing.

Refalo and colleagues found stopping a rep or two short of failure produces comparable hypertrophy to going all the way, so reserve the hardest sets for the end of the exercise rather than spending every set there.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The back tolerates a lot of volume, and ten to twenty hard sets a week spread across pulling movements is a reasonable place to sit.

Progress here is usually fast at first, then limited by grip. Straps are a sensible tool once the forearms fail before the lats do.

Where it fits in your split

Early in a pulling session, as the main horizontal pull.

On push, pull and legs it goes on pull day, either first or after a vertical pull. On a bro split it comes first or second on back day. On an upper and lower split it is the horizontal pull. On a full body programme it is a reliable choice for the day's row.

The order question that actually matters is rows against pulldowns. Whichever you do first gets the best effort, so put the one you care about more at the front and rotate every training block. There is no biological reason to prioritise one permanently.

Pairing it with a vertical pull in the same session is sensible, not because they train different muscles but because they load the same muscles through different arm paths, which spreads the joint stress.

Twice a week is comfortable. The back recovers quickly and responds well to frequency.

Variations worth knowing

The wide grip cable row uses a long bar and a higher pull line, which brings the rhomboids, middle trapezius and rear delts in more and the lats slightly less.

A single arm cable row lets the torso rotate a little, which adds range at both ends and exposes side to side differences that a two handed row hides completely.

The chest supported row puts a pad against your torso and removes any possibility of using body english, which makes it the strictest version available.

The barbell bent over row loads more weight and trains the erectors hard as a side effect, at a considerably higher spinal cost.

The dumbbell row, one arm braced on a bench, is the simplest version to set up and scales well with heavy weights.

And the inverted row is the bodyweight equivalent, scaled by how high you set the bar and where you put your feet.

What the evidence says

Fenwick and colleagues compared rowing variations and found substantial differences in trunk muscle activation and lumbar spine loading between them, which supports choosing a supported cable row when you want back work without the spinal cost.

Lehman and colleagues measured muscle activation across traditional latissimus dorsi exercises and found grip and hand position change activation far less than the marketing around them suggests, which is a useful corrective to the idea that each handle is a distinct exercise.

Kara and colleagues measured trapezius activation ratios during scapular retraction exercises and found the balance between upper, middle and lower fibres shifts with the pull line, which is why the low pull to the abdomen is not interchangeable with a high pull to the chest.

Ludewig and Reynolds reviewed scapular kinematics and their relationship to shoulder pathology, supporting the case for letting the shoulder blades protract at the bottom rather than holding them locked.

Pallares and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which is the argument for taking the arms to full extension every rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the back tolerates volume well.

Refalo and colleagues found stopping short of failure produces comparable growth, which lets you keep the technique clean on the earlier sets.

Common questions

How much should I lean?

Very little. Sit roughly vertical and let the shoulder blades, not the torso, create the range. A few degrees of movement at heavy loads is normal; visibly rocking back and forth means the weight is being moved by your hips.

Should I keep my shoulder blades pinned back?

No. Let them travel forward at the bottom and come together at the top. Pinning them removes a large part of the range and does nothing for shoulder health. Scapular movement is a normal part of shoulder function, not a fault to be trained out.

Low row or lat pulldown?

Do both. They train the same muscles through different arm paths rather than different muscles, and the width against thickness framing is folklore. If you only have time for one, take the row, because it also loads the rhomboids and middle trapezius properly.

Is this different from a seated machine row?

Barely. The machine fixes the path and often supports the chest; the cable lets you choose the pull line and demands slightly more from your trunk. Pick whichever your gym has free and stop worrying about it.

Should I use straps?

Once your grip fails before your back does, yes. The point of the exercise is to train the latissimus dorsi and the mid back, and stopping sets because your fingers opened is not a useful limit. Train the grip separately if you want it.
