How to perform it
Lying back on an incline bench with a low cable in each hand, curl from full elbow extension to full flexion without letting the upper arm drift forward.
- Set an adjustable bench to roughly sixty degrees.
- Position it a stride in front of a low pulley.
- Attach a single handle, or two handles on a dual station.
- Sit back with your head and shoulders on the pad.
- Take the handle and let the arm hang straight down.
- Check that the upper arm sits slightly behind your torso.
- Fix the elbow in place and brace the shoulder down.
- Curl the handle up by bending the elbow only.
- Squeeze at the top for a beat without swinging the elbow forward.
- Lower over three seconds until the arm is fully straight.

Common mistakes
Letting the elbow drift forward
As soon as the upper arm swings forward the shoulder takes over and the stretch position is lost. Pin the elbow.
Bench set too upright
A steep bench puts the arm back at your side and turns this into an ordinary standing curl.
Cutting the bottom short
The stretched position is the entire reason for the setup, so stopping before the arm is straight wastes it.
Going too heavy
Loads that work standing will drag your shoulder out of position here. Expect to use less.
Sitting too close to the pulley
If the cable line runs vertically you lose the resistance at the bottom. Sit far enough forward that the cable angles back.

What the cable incline biceps curl actually trains
A cable incline biceps curl is a single joint elbow flexion exercise performed lying back on an incline bench with a low cable behind you, so the upper arm hangs behind the line of the torso throughout the set.
The biceps brachii does the bulk of the work, with the brachialis underneath it contributing to elbow flexion and the brachioradialis assisting from the forearm.
The body position is the whole point. The biceps brachii crosses two joints: it flexes the elbow, and its long head also crosses the shoulder. When the upper arm sits behind your torso, the long head starts the rep already lengthened. Curling from there means the muscle is producing force from a long position rather than from a comfortable middle one.
That is a real distinction and worth making, but be careful how much you build on it. You cannot train the long head and the short head separately by changing arm position. What you can do is change the length at which the whole muscle works, and there is reasonable evidence that this matters.
Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes compared with training at short lengths, even when the range was partial. An incline curl, cable or dumbbell, is the simplest way to bias a curl towards the long end.
What the cable adds over dumbbells is tension at the top. With a dumbbell on an incline, the load falls away as the forearm approaches vertical and the last part of the rep is close to free. A cable pulling from behind and below keeps pulling all the way through.
Setting up and executing
Set an adjustable bench to roughly sixty degrees and place it a stride in front of a low pulley. Attach a single handle, or two handles if you have a dual station.
Sit back with your head and shoulders against the pad. Take the handle and let the arm hang straight down, and check that the upper arm sits slightly behind your torso rather than level with it.
If the cable runs straight up and down, you are sitting too close. Move the bench forward until the cable angles back towards the pulley, which is what keeps resistance on the bottom of the range.
Fix the elbow in place, brace the shoulder down away from your ear, and curl the handle by bending the elbow only.
Squeeze for a beat at the top without letting the elbow swing forward, then lower over about three seconds until the arm is completely straight.
The mistakes that cost you the most
Letting the elbow drift forward is the fault that quietly deletes the exercise. As the set gets hard, the upper arm swings towards the front of the body, the shoulder starts flexing, and the arm ends up in the same position it occupies during any ordinary curl. If you cannot keep the elbow behind you for the last few reps, the weight is doing the choosing.
A bench set too upright has the same effect from the start. At seventy five or eighty degrees the arm hangs beside you and the stretch is gone. Around sixty degrees is a sensible default, and lying flatter increases the stretch and the discomfort together.
Cutting the bottom short is self defeating here more than anywhere else. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and the bottom of this particular curl is the part you set the bench up to reach.
Going too heavy shows up as shoulder movement rather than as a missed rep. You will use less than you do standing, and that is the exercise working as intended.
Sitting too close to the pulley flattens the cable angle and removes the resistance from the stretched position, leaving you with a normal curl performed at an inconvenient angle.
Sets, reps and rest by goal
Treat it as accessory work and keep the reps moderate to high.
For muscle gain, three sets of eight to twelve with ninety seconds rest. For strength, three sets of eight to ten with two minutes, though biceps strength as a specific goal is rare. In a fat loss phase, three sets of twelve to twenty with a minute.
Lower slowly. Three seconds down through a loaded stretch is where this version earns its place, and Schoenfeld and colleagues found eccentric actions produce hypertrophy at least comparable to concentric work, with a tendency towards greater gains.
Schoenfeld and colleagues also found a dose response between weekly hard sets and hypertrophy, which is the main thing to take from any curl article. Total weekly volume across all your biceps work matters far more than the particular curl you selected.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. On a curl the difference is small and the cost of the final grinding rep is usually a shoulder that has crept forward.
Where it fits in your split
At the end of a pull or arm session, after the heavy back work.
On push, pull and legs it sits at the end of pull day. On an upper and lower split it goes late in either upper session. On a bro split it belongs on arm day. On a full body programme it is optional and it is the first thing to cut when the session runs long.
Rows and pulldowns already load the biceps hard, so the curls you add are supplementary rather than foundational. Two to four direct biceps sets twice a week is enough for most people, and more than six or eight weekly sets on top of a full back programme is usually wasted.
If you already do incline dumbbell curls, this is not an addition to your programme. It is a swap. Doing both in the same session is duplication rather than variety, and the second one will simply be a tired version of the first.
Variations worth knowing
The incline dumbbell curl is the same body position with a dumbbell, simpler to set up and almost as good, losing only the tension at the top.
The standing cable curl puts the arm at your side with the cable in front, which loads the middle and top of the range instead.
The preacher curl is the mirror image: the upper arm in front of the body, resistance peaking early in the rep, and the stretch position under load in a different way.
The Bayesian curl, standing and facing away from the pulley with the cable behind you, gives a very similar arm position without needing a bench.
A single arm version lets you watch and hold the elbow far more accurately, which matters on a movement defined by elbow position.
The incline hammer curl uses a neutral grip in the same stretched position and shifts more of the work to the brachialis and brachioradialis.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the pattern of activity shifts with arm position, which is the basis for treating incline, standing and preacher curls as different resistance profiles rather than different muscles.
Pedrosa and colleagues found that training at long muscle lengths produced favourable hypertrophy outcomes even when the range of motion was partial, which is the strongest argument for placing the upper arm behind the body.
Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, supporting a complete descent to a straight arm on every rep.
Vigotsky and colleagues cautioned against reading muscle activity data as a direct proxy for growth, which is a useful brake on the confident claims made about individual curl variations.
Schoenfeld and colleagues found eccentric muscle actions produce hypertrophy at least equal to concentric actions, supporting a deliberate three second lowering phase.
Schoenfeld and colleagues also found a dose response between weekly hard sets and muscle growth, and Refalo and colleagues found training close to but short of failure produces comparable hypertrophy to training to failure.
Common questions
Is this better than an incline dumbbell curl?
Slightly, and only because the cable keeps tension near the top where a dumbbell goes light. The body position, which is the part that actually matters, is identical. If a cable station is free, use this. If not, the dumbbell version is not worth queueing for.
What bench angle should I use?
Around sixty degrees. Steeper than that and your arm ends up beside your torso, which removes the stretch you set the bench up to create. Flatter increases the stretch and the shoulder discomfort at the same time, so go by what your shoulder tolerates.
Why does my shoulder ache at the bottom?
Because a lengthened biceps also pulls on the front of the shoulder, and the position is unfamiliar. Raise the bench a notch, reduce the load, and stop lowering the moment the shoulder starts rolling forward.
Should I do both arms at once?
One arm at a time is better if you have the patience, because the elbow position is easy to police and easy to lose. Two arms at once is faster and perfectly adequate when you are honest about the drift.
How many curls do I actually need?
Fewer than you think. Total weekly biceps volume drives growth, and your rows and pulldowns already contribute. Two exercises, two or three sets each, twice a week covers almost everybody. The choice between fifteen near identical curls is the least important decision in the programme.
