Behind the Neck Lat Pulldown

How to perform it

Seated at a pulldown station with a wide grip, pull the bar down behind your head to the base of the neck, then return under control.

  1. Set the thigh pad so your legs are held firmly.
  2. Take a wide overhand grip on the bar.
  3. Sit down and let the arms extend fully overhead.
  4. Shuffle so you sit just forward of the cable line.
  5. Keep the neck long and the chin gently tucked.
  6. Pull the shoulder blades down to start the rep.
  7. Draw the elbows down and slightly back behind the ears.
  8. Stop when the bar reaches the base of the neck.
  9. Pause briefly without letting the head push forward.
  10. Return the bar overhead over three seconds until the arms are straight.

Common mistakes

Craning the head forward

Pushing the head down to make room compresses the neck and turns the rep into a neck exercise. Keep the neck neutral.

Pulling too low

Taking the bar to the mid back forces extreme external rotation for no additional range that counts.

Using front pulldown weights

The position is weaker and less stable, so the load must come down or technique goes with it.

Doing it without the mobility

If you cannot hold your arms overhead in line with your torso, this exercise is not available to you yet.

Choosing it over the front version by default

There is no benefit to justify the extra conditions. Use it as a variation, not a staple.

What the behind the neck lat pulldown actually trains

A behind the neck lat pulldown is a vertical pulling movement performed on a cable pulldown station where the bar travels down behind the head to the base of the neck rather than to the chest.

The latissimus dorsi and teres major do most of the work, with the rhomboids, middle trapezius, posterior deltoid and biceps assisting.

That list is identical to the front version, and that is the whole story of this exercise.

The claim made for it is that pulling behind the head isolates the lat more, or hits the upper back better, because the torso cannot lean and the elbows travel in a purer plane. The first part is true; you cannot cheat with a lean. The second part does not follow. Lehman and colleagues examined activation across latissimus dorsi exercises and found the lat is the primary mover throughout pulldown variations, with grip and path shifting the surrounding musculature modestly rather than creating a different exercise.

What behind the neck pulling definitely does is put the shoulder into full abduction with maximal external rotation, at the end of your available range, under load, in a position most people cannot hold without compensating. Kolber and colleagues reviewed shoulder complaints attributed to resistance training and identified overhead positions of this kind as the ones worth treating carefully.

So the arithmetic is simple. The benefit over the front pulldown is somewhere between small and zero. The conditions attached are real. That is a poor trade for a staple movement, and a defensible one for an occasional variation if your shoulders are genuinely comfortable there.

This is not a moral panic. Some lifters with excellent overhead mobility use it for years without incident. It is simply an exercise that asks more of you and gives nothing back.

Setting up and executing

Set the thigh pad so your legs are held firmly. Take a wide overhand grip and sit down, letting the arms extend fully overhead.

Shuffle so you sit just forward of the cable line, which allows the bar to pass behind your head without you having to move your head out of the way.

Keep the neck long and the chin gently tucked. Your head should not travel.

Pull the shoulder blades down first, then draw the elbows down and slightly back so the bar descends behind your ears.

Stop when the bar reaches the base of the neck. There is nothing useful below that point.

Return the bar overhead over about three seconds until the arms are straight, and repeat with a load you can control completely.

The mistakes that cost you the most

Craning the head forward is the defining fault, and it happens because the bar needs somewhere to go. If you have not positioned yourself correctly, the only way to make room is to push your head down and forward, which loads the neck and defeats the exercise. Sit slightly forward of the cable line and keep your head still.

Pulling too low, down towards the mid back, forces the shoulder deeper into external rotation for range that does not add to the lat's work. The base of the neck is the end point.

Using front pulldown weights is a mistake of expectation. The position is weaker and less stable, so a meaningful reduction in load is correct rather than a failure.

Doing it without the mobility is the one that matters. If you cannot hold your arms straight overhead in line with your torso, without the ribs flaring or the elbows drifting forward, you cannot get into the start position and no amount of enthusiasm changes that.

And choosing it over the front version by default is the underlying error. Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct proof that one exercise builds more muscle, which is worth remembering whenever a variation is sold on activation grounds alone.

Sets, reps and rest by goal

Treat this as accessory work, not a primary lift.

For muscle gain, three sets of ten to fifteen with ninety seconds rest. For strength, three sets of eight to twelve with two minutes, though heavy loading is not the point of this variation. In a fat loss phase, three sets of twelve to twenty with a minute.

Keep the reps moderate to high. Low rep, heavy behind the neck work is where the position becomes hardest to hold, and it is the version of this exercise with the worst risk to reward ratio.

Leave two or three reps in reserve rather than grinding. Refalo and colleagues found stopping short of failure produces comparable hypertrophy, and a movement performed in an end range shoulder position is exactly where you should take that finding seriously.

Schoenfeld and colleagues found a dose response between weekly hard sets and growth, which is the argument for making sure your total pulling volume is adequate. It is not an argument for getting that volume here specifically.

Control the return. Three seconds up, no crashing of the stack, no letting the arms yank straight.

Where it fits in your split

Late in a pulling session, if at all.

On push, pull and legs it goes on pull day as a secondary vertical pull. On a bro split it belongs late on back day. On an upper and lower split it appears in an upper session as a variation. On a full body programme it is rarely worth the slot when a front pulldown exists.

The honest recommendation is that most people should do the front version instead and spend the difference on rows. If you want variety in your vertical pulling, changing grip width or using a neutral handle gives you the same novelty without asking anything unusual of the shoulder.

If you do keep it, keep it occasional. A block of six to eight weeks, three sets at moderate reps, as one of two or three vertical pulls in your week, is a sensible ceiling. Drop it at the first sign of shoulder or neck discomfort, since nothing in your programme depends on it.

Variations worth knowing

The front lat pulldown is the same movement to the chest, with a better shoulder position, heavier loading and no conditions attached. It is the default for good reason.

The neutral grip pulldown, palms facing each other, is the most comfortable option for most shoulders and allows a strong contraction at the bottom.

The wide grip pull-up is the bodyweight equivalent pulled in front of the face, with the added benefit of a moving body and a real load.

The behind the neck pull-up is this exercise without a machine, which removes what little control the seated version offered and is harder to recommend.

The single arm lat pulldown lets each arm find its own path through a full range, and is a far better answer to the search for lat isolation.

And the straight arm pulldown removes the elbow entirely, training the lat through shoulder extension alone.

What the evidence says

Lehman and colleagues measured activation across latissimus dorsi exercises including pulldown variations and found the lat is the dominant mover throughout, with grip and bar path producing modest shifts in surrounding musculature rather than a different training stimulus.

Doma and colleagues compared chin-ups with lat pulldowns and reported broadly similar patterns of upper body muscle activity, reinforcing that vertical pulling variations resemble each other far more than the internet suggests.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified end range overhead positions as those worth treating carefully, which is the substantive case for preferring the front pulldown.

Ludewig and Reynolds reviewed scapular kinematics and shoulder pathology, supporting a deliberate scapular depression at the start of each rep and a controlled return rather than a yank into full elevation.

Vigotsky and colleagues cautioned against reading surface electromyography amplitude as direct evidence of hypertrophy potential, which undercuts the usual activation based argument for this variation.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure supply the programming, and the latter argues for leaving reps in reserve here more than on most exercises.

Common questions

Is the behind the neck pulldown dangerous?

Not inherently, but it asks for more mobility than most people have and puts the shoulder at the end of its range under load. Kolber and colleagues flagged positions like this as worth care. If it hurts, stop; if it is comfortable and you want the variation, keep the load moderate.

Does it build the upper back better than the front version?

No. The muscles involved are the same, and the differences in activation between pulldown variations are modest. If you want more middle trapezius and rhomboid work, do rows, which change the line of pull rather than the shoulder angle.

How is this different from a normal lat pulldown?

Only in where the bar goes and, as a consequence, how much shoulder external rotation and abduction the movement demands. The front version does the same job with less asked of the joint, which is why it is the default and this is the variation.

Should I lean forward to make room?

No. Leaning forward is really the front pulldown with extra steps. Sit slightly forward of the cable line so the bar clears your head with your torso upright and your neck neutral, or accept that this is not the exercise for you.

What should I do instead?

A front lat pulldown or a neutral grip pulldown for vertical pulling, and a cable row or dumbbell row for horizontal pulling. That pairing covers everything this movement offers with none of the conditions.
