How to perform it
Hang from a bar with an overhand grip wider than shoulder width and pull until your chest is close to the bar.
- Take an overhand grip a hand's width wider than your shoulders each side.
- Hang with the arms fully straight and the shoulders relaxed up.
- Pull the shoulder blades down and back to start the rep.
- Brace the abs and squeeze the glutes so the body stays rigid.
- Drive the elbows down towards your ribs.
- Keep the chest lifted and the eyes forward.
- Pull until your chest is close to the bar.
- Pause briefly at the top without shrugging.
- Lower over two to three seconds to a full dead hang.
- Reset the shoulder position and repeat.

Common mistakes
Grip far too wide
An extreme grip shortens the range further and stresses the shoulder without adding stimulus. A hand's width outside the shoulders is enough.
Half hanging at the bottom
Stopping before the arms are straight removes the stretched position and inflates your rep count.
Kipping without meaning to
Swinging the legs to generate momentum turns a strict pull into a different exercise entirely.
Shrugging at the top
Letting the shoulders rise towards the ears means the lats have handed the rep to the upper traps.
Dropping out of the rep
Releasing the eccentric wastes the half of the movement that is easiest to control and most productive.

Variations and swaps
Standard pull-up
Shoulder width overhand grip, with a longer range and the same muscles.
Chin-up
An underhand grip that adds biceps involvement and usually allows more reps.
Neutral grip pull-up
Palms facing each other, often the most comfortable option for the shoulder.
Assisted pull-up
A band or machine reduces the load so you can train the pattern with volume.

What the wide-grip pull-up actually trains
A wide-grip pull-up is a vertical pulling movement performed hanging from a bar with an overhand grip taken wider than shoulder width, pulling until the chest is close to the bar.
The latissimus dorsi and teres major do most of the work, with the lower and middle trapezius and the rhomboids controlling the shoulder blade, the posterior deltoid assisting, and the biceps and forearms working at the elbow and the grip.
The claim attached to this variation is that a wider grip targets the outer lat and builds width. That is folk anatomy. The latissimus dorsi is one muscle; it does not have an outer region you can select with your hands. What a wider grip actually does is change the line of pull, putting the arms in more abduction and giving the shoulder blade a slightly different path.
Dickie and colleagues compared pull-up variations and found differences in muscle activation between grips, but the differences are shifts in emphasis rather than a switch between muscles. Youdas and colleagues found broadly similar latissimus involvement across pull-up and chin-up variations, with the elbow flexors accounting for most of the difference.
What a wide grip definitely does is shorten the range. Your hands are further apart, so your chest travels a shorter distance to reach the bar, and the bottom position is less of a stretch. Pallares and colleagues found full range training beat partial range training, which means shortening the range is a cost, not a feature.
So the fair verdict: a wide-grip pull-up is a good pull-up with a slightly worse range and a slightly harder start. It is not a separate exercise, and it is not the width exercise.
Setting up and executing
Take an overhand grip roughly one hand's width outside each shoulder. Wider than that adds nothing and asks more of the shoulder joint.
Hang with the arms fully straight and let the shoulders relax up towards the ears at the bottom.
Start the rep by pulling the shoulder blades down and back before the elbows bend. This is what makes the lat lead instead of the arms.
Brace the abs and squeeze the glutes so the body stays rigid and does not swing.
Drive the elbows down towards your ribs, keeping the chest lifted, until your chest is close to the bar.
Pause briefly at the top without shrugging, then lower over two to three seconds to a full dead hang and reset before the next rep.
The mistakes that cost you the most
A grip far too wide is the mistake this variation encourages. People see the name and take the widest grip the bar allows, which shortens the range further and puts the shoulder in a more abducted, less comfortable position for no additional benefit. A hand's width outside the shoulders is the whole idea.
Half hanging at the bottom is the most common way people inflate their numbers. If the arms are not straight, the rep did not include the stretched position, and that position is the most valuable part of the movement.
Kipping without meaning to happens as fatigue arrives. The legs start swinging, the hips generate a little upward drive, and the last three reps of a set become something other than pull-ups. Squeeze the glutes and keep the body rigid, or end the set.
Shrugging at the top means the upper trapezius has taken over from the lats, which usually indicates the rep is beyond you right now.
And dropping out of the rep throws away the eccentric. Controlling the descent is free and it is the half of the movement most people can still perform when the concentric has gone.
Sets, reps and rest by goal
Bodyweight is your load, so the rep range depends on your strength rather than your goal.
For muscle gain, four sets of six to twelve with two minutes rest. For strength, five sets of three to six with three minutes, adding weight with a belt. In a fat loss phase, three sets of eight to fifteen with ninety seconds.
If you cannot get six clean reps, use a band or an assisted machine rather than grinding out three sloppy ones. Volume at a manageable load builds the strength; failed reps do not.
If you can get more than twelve, add weight. A belt with ten kilos turns a conditioning set back into a strength set.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and pull-ups are easy to under do because each set is expensive. Two or three sessions a week is reasonable.
Refalo and colleagues found training close to failure produces comparable hypertrophy to going all the way, which matters here because the rep before failure is usually the last clean one and everything after it is a kip.
Where it fits in your split
First in a pulling session, while the grip and the shoulders are fresh.
On push, pull and legs it opens pull day as the main vertical pull. On a bro split it starts back day. On an upper and lower split it is the vertical pull. On a full body programme it is a strong choice whenever a bar is available. On a bodyweight programme it is the primary pulling movement, and there is no real substitute for it.
The ordering is not a preference. Pull-ups are grip limited and shoulder limited, and both degrade quickly during a session. Doing them after rows means training a tired grip rather than a fresh back.
Whether you run the wide version or the standard one is largely arbitrary, and rotating between grips across a training block is a reasonable way to spread the load across shoulder positions without pretending each grip is a different exercise. If your shoulders dislike the wide position, use a neutral grip and lose nothing.
Variations worth knowing
The standard pull-up, hands at shoulder width, gives you a longer range and the same muscles, and is the better default for most people.
The chin-up, with an underhand grip, adds biceps involvement and usually allows more reps, which makes it easier to accumulate volume.
The neutral grip pull-up, palms facing each other, is often the most comfortable version for the shoulder and is worth defaulting to if the wide grip bothers you.
The assisted pull-up, using a band or a machine, is how you build the strength to do unassisted reps, and it is far more productive than failing repeatedly at bodyweight.
The weighted pull-up adds a belt or vest once bodyweight reps become easy, and is the natural progression rather than adding endless reps.
And the wide grip lat pulldown is the seated cable equivalent, easier to load precisely, easier to take to failure, and honestly close enough that arguing about which is better wastes time.
What the evidence says
Youdas and colleagues measured activation patterns during pull-up and chin-up variations and found broadly similar latissimus dorsi involvement across grips, with elbow flexor contribution accounting for most of the variation.
Dickie and colleagues compared pull-up variations electromyographically and found grip specific differences in activation, though these represent shifts in emphasis rather than the recruitment of different muscles.
Doma and colleagues compared chin-ups with lat pulldowns and found comparable patterns of muscle involvement, which supports treating the pulldown as a legitimate substitute rather than a lesser exercise.
Lehman and colleagues examined latissimus dorsi activation across common back exercises and found variations shift emphasis modestly, which is the honest frame for the grip width debate.
Pallares and colleagues found full range training beat partial range training for both strength and hypertrophy, which is the clearest argument against taking an extremely wide grip that shortens the range.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is why assisted reps that let you accumulate volume beat a handful of failed attempts.
Refalo and colleagues found training close to failure produces comparable hypertrophy to training at failure, supporting ending the set when form goes rather than when you cannot move.
Common questions
Does a wide grip build lat width?
No. The latissimus dorsi is a single muscle and you cannot select a region of it by moving your hands. A wide grip changes the line of pull and shortens the range. Lat size comes from training the muscle hard across a full range with enough weekly volume, whatever your grip.
How wide should I go?
About one hand's width outside each shoulder. Extreme grips shorten the range further and place the shoulder in a more demanding position without adding anything, which is a poor trade.
Is this different from a standard pull-up?
Barely. Same muscles, slightly different line of pull, shorter range and usually fewer reps. If you already do standard pull-ups, adding the wide version is variety rather than a new stimulus.
Should I do these or lat pulldowns?
Both are fine, and the research comparing chin-ups with pulldowns finds comparable muscle involvement. Pull-ups are harder to load precisely and grip limited; pulldowns are easier to progress and easier to take to failure. Do pull-ups first while fresh and use pulldowns for volume.
I can only do two. What now?
Use a band or an assisted machine and train sets of six to ten, plus slow controlled descents from the top. That builds the strength far faster than repeatedly failing at bodyweight, and you can drop the assistance progressively.
