How to perform it

Lie face down on an incline bench, row two dumbbells to your ribs and hold the top position for time.

  1. Set an incline bench to roughly thirty to forty five degrees.
  2. Place a dumbbell on each side of the bench.
  3. Lie face down with your chest on the pad.
  4. Let your arms hang straight down and take the dumbbells.
  5. Set the shoulders down away from the ears.
  6. Row both dumbbells to the sides of your ribs.
  7. Squeeze the shoulder blades together at the top.
  8. Hold that position for three to five seconds.
  9. Breathe normally rather than holding your breath.
  10. Lower under control to a full stretch and repeat.

Common mistakes

Chest coming off the pad

Lifting off the bench to help the pull removes the support that makes this exercise specific. Stay down.

Going too heavy

The hold is the exercise. If you cannot hold the top for three seconds the weight is wrong.

Holding your breath

A five second isometric with a held breath spikes blood pressure for no benefit. Keep breathing.

Shrugging into the hold

Shoulders rising towards the ears means the upper traps have taken over from the mid-back.

Treating it as a main back exercise

The loads are small and the time under load is short. This supplements rowing rather than replacing it.

What the batwing row actually trains

A batwing row is a chest supported dumbbell row in which you pull both dumbbells to your ribs and hold the contracted position for several seconds before lowering.

The middle trapezius and rhomboids do the retraction, the latissimus dorsi and teres major bring the upper arm back, the posterior deltoid contributes, and the biceps flex the elbows. The lower trapezius works to keep the shoulder blade down rather than shrugged.

What makes this different from an ordinary row is the isometric. Instead of passing through the top of the movement, you stop there and stay.

That is a narrower training effect than it sounds. An isometric hold builds strength most specifically at the joint angle you hold, and the position at the top of a row is a position most people are weak in. The muscles that hold the shoulder blade retracted and depressed are usually the ones that fatigue first in a set of rows, which is why the last few reps of a heavy row tend to turn into an arm pull with a rounding upper back.

So the honest case for this exercise is that it trains you to hold a position you keep losing. That is a real and useful thing.

The dishonest case, which you will see repeated everywhere, is that it builds a thick mid-back. It does not, at least not efficiently. The loads are small and the total mechanical work per set is low. If back size is the goal, heavy rowing and pulldowns do more per minute spent, so treat this as a supplement placed after them.

Setting up and executing

Set an incline bench to somewhere between thirty and forty five degrees and place a dumbbell on each side.

Lie face down with your chest on the pad and your feet braced. Let your arms hang straight down and take the dumbbells from the floor.

Set the shoulders down away from the ears before the first pull. That is the position you are trying to hold, and starting there makes it easier to find at the top.

Row both dumbbells to the sides of your ribs, driving the elbows back rather than flaring them out. Squeeze the shoulder blades together at the top.

Hold for three to five seconds, breathing normally rather than bracing and holding your breath. A long isometric with a locked breath raises blood pressure sharply for no training benefit.

Lower under control to a full stretch, let the shoulder blades travel forward at the bottom, and repeat.

The mistakes that cost you the most

The chest coming off the pad is the fault that undoes the exercise. The bench is there to remove your hips and lower back from the equation. If you are pushing off it to get the dumbbells up, the weight is too heavy and you have rebuilt an ordinary bent over row with worse leverage.

Going too heavy is the same problem in a different form. The hold defines the load here. If you cannot hold the top for three seconds, you are not doing a batwing row; you are doing a row with a pause you keep missing.

Holding your breath through a five second isometric is common and unnecessary. Breathe.

Shrugging into the hold means the upper trapezius has taken over from the middle and lower fibres. Kara and colleagues examined trapezius activation ratios during scapular retraction exercises and found the balance between upper and lower fibres shifts substantially with technique, which is exactly what happens when the shoulders creep towards the ears.

And treating it as a main back exercise is the strategic error. It is a supplement.

Sets, reps and rest by goal

Because the hold is the point, count time as well as reps.

For muscle gain, three sets of eight to twelve reps with a three second hold, resting ninety seconds. For strength, three sets of six to ten with a five second hold, resting two minutes. In a fat loss phase, three sets of ten to fifteen with a shorter hold, resting a minute.

Alternatively, run it purely for time. Row the dumbbells up and hold the top for twenty to forty seconds, for three sets. This is the version worth using if your goal is specifically endurance in the retracted position.

Progress by adding hold time before you add weight. Going from three seconds to five at the same dumbbell is a larger increase in total time under load than adding two kilos.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but this contributes far less work per set than a loaded row.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which applies neatly here: the correct stopping point is the rep where you can no longer hold the top cleanly, not the rep where the dumbbells stop moving.

Where it fits in your split

Late in a pull or back session, after the heavy work.

On push, pull and legs it comes at the end of pull day. On a bro split it finishes back day. On an upper and lower split it works as a finisher. On a full body programme it is optional, and honestly the first thing to cut when time is short.

The clearest reason to include it is if your heavy rowing degrades into an arm pull with a rounded upper back after the fourth rep. That is a retraction endurance problem.

The second reason is asymmetry. Doing this one arm at a time makes side to side differences obvious in a way a barbell row hides completely.

Once a week is enough. This is low volume, specific work, and adding it two or three times a week displaces training that does more.

Variations worth knowing

The chest supported dumbbell row is the same position without the hold, and it allows far heavier loading. If size is the goal, this is the version to do.

The seal row has you lie flat on a raised bench, which removes every possible contribution from the hips and legs and is the strictest rowing variation available.

The inverted row hold is the bodyweight equivalent, performed under a bar with the body straight, and needs no equipment beyond a bar and a rack.

The prone Y-raise uses a much longer lever and lighter weight, emphasising the lower trapezius specifically.

The single arm batwing row uses one dumbbell at a time and exposes side to side differences that a two arm version hides.

And a cable row with a pause achieves the same isometric with easier load selection and constant tension, which for most people is the more practical way to get the same effect.

What the evidence says

Kara and colleagues compared trapezius activation levels and ratios during scapular retraction exercises and found the balance between upper, middle and lower fibres varies considerably with exercise and technique, which supports keeping the shoulders down rather than shrugged through the hold.

Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder joint pathology, which is the background reason for training the muscles that control shoulder blade position rather than only the ones that move the arm.

Fenwick and colleagues compared rowing variations for trunk muscle activation and spine load and found chest supported rows substantially reduce lumbar demand compared with bent over versions, supporting the use of a supported row late in a session.

Vigotsky and colleagues cautioned that surface electromyography amplitudes should not be read as direct measures of muscle growth potential, which is worth remembering whenever an exercise like this is promoted on activation data alone.

McGill's work on core training supports the general principle that trained positions transfer most specifically to the positions you train, which is both the strength and the limitation of an isometric hold.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found stopping short of failure produces comparable growth, which together explain why this movement supplements rather than replaces loaded rowing.

Common questions

Is this actually better than a normal row?

No. It trains one thing well, which is the ability to hold a retracted position under load. For back size a heavier chest supported row does more work per set and progresses more cleanly. Use the batwing as an addition, not a replacement.

How long should I hold?

Three to five seconds per rep, or twenty to forty seconds for a single continuous hold if you are running it for time. Longer than that and the load has to drop so far that very little is being trained.

Why does my upper back cramp?

Because the middle and lower trapezius are being asked to work isometrically in a position they are rarely held in. That usually settles within a few sessions. If it does not, reduce the weight and the hold length and build both back up.

How is this different from a seal row?

A seal row is performed flat on a raised bench and is a full range loaded row, done for reps with real weight. A batwing row is the same family but built around the pause at the top, with much lighter dumbbells. If you can only do one, do the seal row.

Can I do this without a bench?

Yes, use an inverted row under a bar and hold the top position with your chest near the bar. It is the same isometric with your bodyweight providing the load.
