How to perform it
Straddling a barbell with one foot forward and one back, grip it with one hand in front and one behind, then stand up and lower under control.
- Load a barbell on the floor and stand over it in a staggered straddle.
- Turn both feet out so the toes point roughly along the bar.
- Set one foot ahead of the bar and one behind it.
- Bend the knees and grip the bar, one hand in front, one behind.
- Set the chest up and brace the abs hard.
- Take the slack out of the bar before pulling.
- Stand up by driving both legs into the floor.
- Keep the shoulders square rather than letting the torso twist.
- Lower the bar under control back to the floor.
- Repeat, then switch which leg is forward for the next set.

Common mistakes
Only training one stance
The loading is asymmetric, so an equal number of sets with each leg forward is not optional.
Letting the torso rotate
The offset grip pulls you into a twist. Keep the shoulders square through the whole rep.
Going too heavy too early
The position is unfamiliar and awkward. Spend several sessions light before adding real load.
Bar drifting away from the hips
The bar should track close under you. Any forward drift multiplies the demand on your lower back.
Treating it as a main squat
It loads less, feels worse and progresses slowly. It is an accessory or a novelty, not a staple.

Trap bar deadlift
The practical version of a bar loaded through your centre of mass, without the awkwardness.
Sumo deadlift
A wide stance pull that trains the adductors and hips symmetrically.
Jefferson deadlift
The same straddle position performed as a hinge rather than a squat.
Lateral lunge
A frontal plane movement that trains the adductors with far less setup.
Cossack squat
A deep side to side squat, useful for hip and adductor range.
Barbell back squat
The straightforward, heavily loadable squat this is not competing with.
What the Jefferson squat actually trains
A Jefferson squat is a squat performed straddling a barbell, with one foot in front of the bar and one behind it, gripping the bar with one hand in front of the body and one behind.
The quadriceps, gluteus maximus and adductors do the leg work, split unevenly between the two legs. The erector spinae, obliques and abdominals resist the rotation the offset grip creates, and the forearms and traps hold a bar that is trying to twist out of an awkward grip.
The defining feature is asymmetry. Because your hands sit on either side of your body and your feet are staggered around the bar, the load does not act evenly. One hip is loaded more than the other, and the bar wants to rotate about a vertical axis throughout.
That is either the point or the problem, depending on why you are doing it.
The honest position is that for most people this is a novelty. It loads less than a back squat, a front squat or a deadlift. It is awkward to set up, slow to progress and the technique takes weeks to feel natural. Nothing about it builds quads or glutes better than the straightforward options.
There are people it genuinely suits. Schoenfeld's review of squatting kinematics describes how load position dictates torso angle and joint demands, and the Jefferson puts the load through your centre of mass in a way no barbell squat does, which some lifters with back or hip complaints find more comfortable. Athletes in sports with rotational and asymmetric demands, and strongman competitors who lift awkward objects, get a specific quality out of it.
If none of those describe you, a trap bar deadlift gives you the loaded through the middle position with none of the awkwardness.
Setting up and executing
Load a barbell on the floor and stand over it in a staggered straddle, one foot ahead of the bar and one behind.
Turn both feet out so the toes point roughly along the line of the bar. The bar should sit under your hips rather than out in front of them.
Bend the knees and grip the bar, one hand in front of your body and one behind. Set the chest up and brace the abs hard.
Take the slack out of the bar before you pull, then stand by driving both legs into the floor.
Keep the shoulders square through the whole rep rather than letting the torso rotate towards the front hand.
Lower the bar under control back to the floor, and switch which leg is forward for the next set.
The mistakes that cost you the most
Only training one stance is the fault that makes the exercise indefensible. The loading is asymmetric by design, so running four sets with the left foot forward and none with the right builds the asymmetry you claim to be fixing. Equal sets each side, every session.
Letting the torso rotate is what the exercise is asking you to resist. The offset grip pulls you into a twist as soon as the bar leaves the floor. Keeping the shoulders square is the training effect. McGill's work on core training emphasises stiffness as the mechanism that allows the trunk to transmit force rather than deform, and this is a direct application.
Going too heavy too early matters more here than on familiar lifts, because the failure mode is a twisted, loaded spine. Spend several sessions with a lightly loaded bar.
The bar drifting away from your hips is the technical error that turns it into a badly leveraged deadlift. Cholewicki and colleagues measured lumbar loads during heavy lifting and found large compressive and shear demands, and horizontal distance from the bar is the variable that drives them. Keep the bar close.
And treating it as a main squat is a programming mistake rather than a technique one. It will not carry the load, it will not progress cleanly, and it will not build more muscle than the alternatives.
Sets, reps and rest by goal
Moderate loads and moderate reps, with equal work per side.
For muscle gain, three sets per stance of eight to twelve with ninety seconds rest. For strength, three sets of five to eight with two minutes. In a fat loss phase, three sets of ten to fifteen with ninety seconds.
Note that three sets per stance means six sets total, which is part of why this eats session time.
Do not train it near failure. The last rep of a hard set is where the rotation wins and the position falls apart. Refalo and colleagues found stopping a rep or two short produces comparable growth to going all the way, and that applies with unusual force to a rotationally loaded lift.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the sets that build your legs should mostly come from movements you can load properly. Count these as skill and trunk work that happens to involve your legs.
Where it fits in your split
Late in a lower body session, as an accessory.
On push, pull and legs it goes on legs day after the main work. On a bro split it comes towards the end of leg day. On an upper and lower split it is an occasional accessory rather than a fixture. On a full body programme it is rarely worth the setup time.
The realistic way to use it is a few weeks at a time, when you want variety or a specific rotational demand for a sport. It is not a lift you build a year around.
Speirs and colleagues found unilateral squat training produced comparable strength gains to bilateral work with better transfer to sprinting and agility, which is the closest evidence based case for asymmetric leg training. The exercises tested were split squats, which are far easier to load and to learn. If unilateral transfer is what you want, start there.
Once a week at most, and only in a block where you have a reason for it.
Variations worth knowing
The trap bar deadlift is the practical version of loading through your centre of mass, with a symmetric grip and no rotational fight.
The sumo deadlift trains the adductors and hips in a wide stance, symmetrically, with far more load.
The Jefferson deadlift is the same straddle position performed as a hinge rather than a squat, with more hip and less knee.
The lateral lunge trains the adductors in the frontal plane with almost no setup and a much gentler learning curve.
The Cossack squat is a deep side to side squat that develops hip and adductor range, useful if mobility is the reason you were drawn to this.
And the barbell back squat is the straightforward, heavily loadable squat that the Jefferson is not competing with.
What the evidence says
Schoenfeld's review of squatting kinematics and kinetics describes how load position determines torso angle and the distribution of joint demands, which explains why a bar held between the legs produces a different torso position from one on the back.
Cholewicki and colleagues measured lumbar spine loads during the lifting of very heavy weights and found substantial compressive and shear forces, which supports keeping the bar close and treating the rotational component conservatively.
McGill's work on core training emphasises trunk stiffness as the mechanism for transmitting force and resisting unwanted motion, which is the quality an asymmetric lift trains directly.
Speirs and colleagues found unilateral squat training produced comparable strength gains to bilateral training with better sprint and agility transfer, which is the general case for asymmetric leg work, though the exercises tested were far simpler than this one.
Hartmann and colleagues analysed knee and spinal loading across squat depths and loads, work that supports controlling depth and load progression carefully in unfamiliar positions.
Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming, with the latter arguing strongly against taking this lift to failure at all.
Common questions
Is the Jefferson squat actually worth doing?
For most people, no. It loads less than a back squat, takes longer to set up and progresses slowly. It earns a place if you want rotational trunk work for a sport, if you find the between the legs bar position more comfortable than a bar on your back, or if you enjoy it enough to train harder.
Does it fix imbalances?
Not really, and it can create them if you only train one stance. Do equal sets with each leg forward. If addressing side to side differences is your goal, split squats and single leg presses do it better, more simply and with more load.
Is it dangerous for the spine?
Not inherently, but it does combine load with a rotational demand, which means poor position under heavy weight is worse here than on a symmetric lift. Keep the bar close, keep the shoulders square, build up slowly and do not train it to failure.
How is it different from a trap bar deadlift?
Both load through your centre of mass rather than in front of you. The trap bar does it symmetrically, with handles at a sensible height and no twist to resist, which is why it loads far heavier and is far easier to learn. The Jefferson adds the asymmetry, which is either the whole point or the whole problem.
Should I squat or hinge in this position?
Whichever you intended. A more upright torso with more knee bend gives you the squat version; pushing the hips back with straighter shins gives you the Jefferson deadlift. Pick one per set rather than drifting between them mid rep.
