How to perform it
Curl dumbbells by pulling them backward along your body with the elbows driving behind you.
- Take a light dumbbell in each hand and stand tall.
- Turn the palms forward with the arms hanging at your sides.
- Set the shoulders down and brace the abs.
- Start the rep by pulling the elbows straight backwards.
- Let the dumbbells travel up along the sides of your torso.
- Keep them in light contact with your body throughout.
- Stop when the elbows are clearly behind you.

Common mistakes
Curling forward instead of back
If the dumbbells arc away from your body you are doing a standard curl. The path stays close and travels back.
Going too heavy
The leverage is poor and no shoulder help is available, so the load must drop substantially.
Shrugging the shoulders
Pulling the elbows back tempts the traps to join in. Keep the shoulders set down.
Leaning back
Rocking the torso creates the illusion of elbow travel without any extra biceps work.
Treating it as a main curl
The range is short and the loads are small. It is a supplement, not a primary movement.

What the dumbbell drag curl actually trains
A dumbbell drag curl is a biceps curl in which the dumbbells stay close to your torso and the elbows travel backwards behind the body, rather than remaining fixed at your sides.
The biceps brachii does the work, assisted by the brachialis and the brachioradialis. The anterior deltoid, which normally contributes at the top of a standard curl when the elbows drift forward, is taken out of the movement by design.
The mechanical idea is simple. In an ordinary curl, the elbow rarely stays still. As the dumbbells rise past mid range, most people flex the shoulder slightly, which brings the front deltoid in and shortens the moment arm at the elbow. The last third of a standard curl is therefore easier than it feels.
By pulling the elbows behind you instead, the shoulder extends and the biceps has nowhere to pass the work. It also places the long head of the biceps, which crosses the front of the shoulder, into a lengthened position.
That last point gets oversold. You will read that the drag curl targets the long head specifically. What is defensible is that shoulder extension lengthens the long head at one end, and that training a muscle in a lengthened position is worth doing. Pedrosa and colleagues found partial range training carried out at long muscle lengths produced favourable adaptations, which supports the position rather than the marketing around it.
The dumbbell version differs from the barbell version in two ways. Each arm works independently, so side to side differences show rather than hiding behind a bar. And the path is harder to feel, because there is no single rigid object scraping up your torso to tell you when you have drifted. Most people find the barbell version easier to learn and then transfer the pattern.
The honest summary is that this is a niche curl with a short range and light loads. It fixes one specific habit. It will not build your arms on its own.
Setting up and executing
Take a light dumbbell in each hand and stand tall with the palms facing forward.
Set the shoulders down, away from your ears, and brace the abs so the torso does not rock.
Start the rep by pulling the elbows straight backwards rather than by trying to lift the dumbbells. The weights rise as a consequence of the elbows moving, which is the opposite of how a normal curl feels.
Let the dumbbells travel up along the sides of your torso in light contact with your body.
Stop when the elbows are clearly behind you and the dumbbells are somewhere around the lower ribs. Pause and hold the contraction for a beat.
Lower slowly over about three seconds along the same path, straightening the arms fully before the next rep.
The mistakes that cost you the most
Curling forward instead of back is the fault that makes the exercise pointless. Without a bar to keep you honest, the dumbbells drift away from the body easily, and at that moment you are simply doing a standard curl with an unusually light weight.
Going too heavy causes the first mistake. The leverage is poor throughout, there is no shoulder assistance available, and the range is short. Expect to use roughly half your usual curl dumbbells and treat that as information rather than an insult.
Shrugging the shoulders is specific to this version. Pulling the elbows backwards invites the traps and rear deltoids to join in, particularly at the end of a set. Keep the shoulders set down and the movement at the elbow.
Leaning back produces the appearance of elbow travel without any additional biceps work. Keep the ribs down and the hips still.
Treating it as a main curl is the programming version of the same error. Schoenfeld and Grgic reviewed range of motion and muscle development and found that fuller ranges generally serve hypertrophy well, which is a good reason to keep a short range curl in a supporting role.
Sets, reps and rest by goal
Programme this as light accessory work.
For muscle gain, three sets of ten to fifteen with a minute of rest. For strength, three sets of eight to twelve with ninety seconds. In a fat loss phase, three sets of twelve to twenty with forty five seconds.
Progression on dumbbells is coarse. The next pair up is often a ten per cent jump on a light weight, so add reps first and move up only when you can hit the top of the range across every set with clean elbow travel.
Because each arm works alone, do the same number of reps on both sides and let the weaker side set the number. Liao and colleagues reviewed unilateral and bilateral training and found broadly comparable outcomes for strength measures, so training one arm at a time is not inherently superior; it is simply how dumbbells work.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. If your arms are not growing, the answer is almost always more hard sets rather than a cleverer curl.
Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to training to failure, which is a useful rule here because the reps at failure are the ones where your shoulders start shrugging.
Where it fits in your split
At the end of a pull or arm session, once the heavy work is done.
On push, pull and legs it goes on pull day at the end. On an arms day it serves as a variation curl. On a bro split it appears late in arm day. On an upper and lower split it is a finisher on an upper session. On a full body programme it rarely earns a slot.
Be clear about its purpose. This is a corrective and a variation, not a driver. If your elbows creep forward on every curl you do, a few weeks of drag curls will teach you what a still elbow feels like, and that carries back to your standard curls.
If your elbows already stay put, the drag curl offers you a shorter range, less load and a fiddlier setup than the curl you were already doing. In that case, skip it.
One session a week including this movement is enough, with your main curling volume coming from full range work.
Variations worth knowing
The barbell drag curl uses a bar that scrapes up your torso, which makes the path far easier to feel and to keep honest. It is the better version for learning the pattern.
The incline dumbbell curl lengthens the biceps at the shoulder in the same way, but with a much longer range and continuous tension. For most people it makes the drag curl redundant.
The standard dumbbell curl is heavier, longer in range and easier to progress, and it should be doing the bulk of the work.
A single arm drag curl lets you watch and control one elbow at a time, which speeds up learning considerably.
A hammer drag curl uses a neutral grip and shifts more of the load onto the brachialis, which is a reasonable way to combine two ideas into one set.
And a cable drag curl from a low pulley keeps tension on through the short range, which suits this movement better than free weights do.
What the evidence says
Marcolin and colleagues compared electromyographic activity of the biceps brachii and brachioradialis across three curl variants and found the balance of work between elbow flexors changes with the variant, which supports the idea that arm position is a real variable even if the effect sizes are modest.
Vigotsky and colleagues cautioned against interpreting surface electromyography amplitudes as direct evidence of growth, which is exactly the caution needed before accepting claims that this curl isolates one head of the biceps.
Pedrosa and colleagues found that partial range training performed at long muscle lengths produced favourable muscular adaptations, which is the strongest available support for a short range movement done with the shoulder extended.
Schoenfeld and Grgic reviewed range of motion and muscle development and concluded that training through fuller ranges generally supports hypertrophy, which argues for keeping full range curls as your main work.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which remains the most useful single fact for arm training.
Refalo and colleagues found that stopping short of failure produces comparable growth to going to failure, which sets a sensible stopping point on a movement whose form degrades quickly.
Liao and colleagues reviewed unilateral against bilateral training and found broadly similar outcomes, which is worth knowing before assuming that working one arm at a time is an advantage in itself.
Common questions
Is the dumbbell version better than the barbell drag curl?
Generally no. The bar gives you a physical reference sliding up your torso, which makes the path much easier to keep. The dumbbell version's advantage is that each arm works independently and the wrists can rotate freely, which suits people whose wrists dislike a straight bar.
Why does this feel so awkward?
Because you are being asked to move the elbow rather than the hand, which is the opposite instruction from every other curl. Use very light dumbbells for the first few sessions and think about pulling the elbows behind you, not about lifting the weight.
Does it build the biceps peak?
No. Peak is determined by muscle shape and insertion, which training does not alter. What this curl offers is a lengthened position at the shoulder and a strict elbow, which are useful for growth in general rather than for shape.
How much weight should I use?
Roughly half of what you curl conventionally, at least at first. The leverage is poor and there is no shoulder help, so a heavy pair of dumbbells simply forces you back into a standard curl.
Do I need this exercise at all?
Probably not. An incline curl trains the biceps in a lengthened shoulder position with a longer range and better tension, and a standard curl done with still elbows covers the rest. The drag curl is worth a block if your elbows drift; otherwise it is a duplicate.
