How to perform it

Lying on your side in a straight line, raise the top leg towards the ceiling until the hip stops moving, then lower it under control.

  1. Lie on your side on a mat with the legs straight and stacked.
  2. Rest your head on the lower arm or a cushion.
  3. Place the top hand on the floor in front of your chest for balance.
  4. Line the shoulders, hips and ankles up in one straight line.
  5. Roll the top hip slightly forward so the knee points ahead, not up.
  6. Brace the abs so the waist does not bend during the lift.
  7. Raise the top leg towards the ceiling in a controlled arc.
  8. Stop at roughly forty five to sixty degrees where the hip stops moving.
  9. Squeeze the outer hip for a beat at the top.
  10. Lower over two to three seconds, stopping short of the bottom leg.

Common mistakes

Rolling backwards

Letting the top hip drift back turns the movement into hip flexion, which the wrong muscles handle.

Lifting too high

Past about sixty degrees the hip has stopped abducting and the waist starts bending instead.

Swinging the leg

Momentum lets you keep counting reps long after the hip stopped working.

Resting the leg at the bottom

Dropping the leg onto the other one unloads the hip between every rep.

Never progressing it

Bodyweight stops being a challenge quickly. Add a band, an ankle weight or a cable.

What the side leg raise actually trains

A side leg raise is a hip abduction exercise performed lying on your side, in which you lift the top leg towards the ceiling against gravity and lower it under control.

The gluteus medius and gluteus minimus do the work, with the tensor fasciae latae at the front of the hip assisting and the upper fibres of the gluteus maximus contributing when the leg travels slightly backwards. The obliques and the deep trunk muscles work to keep you from folding at the waist.

It is the simplest hip abduction exercise there is. No equipment, no setup, no space beyond the length of your body.

That simplicity comes with a specific quirk worth understanding: the resistance curve is odd. Lying on your side, gravity acts straight down, so the leg is hardest to hold when it is horizontal, in the middle of the range. At the very bottom, with the leg resting against the other one, there is almost nothing. Near the top, as the leg approaches the ceiling, the leverage falls away again.

So this exercise gives you a loaded middle and unloaded ends, which is close to the opposite of what you want if you care about training a muscle in its stretched position.

The other limitation is the obvious one. Your leg weighs what it weighs. For an untrained person that is a real stimulus for a few weeks; after that you are adding reps to something that has stopped being difficult.

None of this makes it useless. It makes it a home exercise and a finisher, which is exactly how it should be programmed.

Setting up and executing

Lie on your side on a mat with the legs straight and stacked on top of one another. Rest your head on the lower arm or a cushion, and put the top hand on the floor in front of your chest for balance.

Line the shoulders, hips and ankles up in one straight line.

Roll the top hip slightly forward so the knee points ahead rather than up at the ceiling. This is the detail that keeps the work at the outer hip.

Brace the abs so the waist stays straight.

Raise the top leg in a controlled arc, stopping at roughly forty five to sixty degrees, where the hip stops moving. Squeeze the outer hip for a beat.

Lower over two to three seconds, stopping just short of the bottom leg so the tension never fully releases.

The mistakes that cost you the most

Rolling backwards is the fault that quietly changes the exercise. As the outer hip tires, the easiest way to keep lifting is to let the top hip drift behind you, which turns abduction into a mixture of hip flexion and rotation handled largely by the hip flexors. The leg still goes up, so it feels like progress. Keep the knee pointing forwards and the hips stacked.

Lifting too high is the second fault, and it follows from the first. The hip only abducts so far. Past about sixty degrees, the extra height comes from your waist bending sideways, which is not what you came for.

Swinging the leg lets momentum carry the reps. Pallarés and colleagues found full range training produced better outcomes than partial work, but range is only worth anything when the muscle is producing it.

Resting the leg at the bottom unloads the hip completely between reps. Stop just short and keep the tension.

And never progressing it is the strategic mistake. If you can comfortably do thirty reps a side, bodyweight has nothing left to offer you. Add a band, an ankle weight or move to a cable.

Sets, reps and rest by goal

High reps, short rests, and the honest acknowledgement that this is accessory work.

For muscle gain, three sets of fifteen to twenty five per side with forty five seconds of rest. For strength, three sets of twelve to twenty with a minute, though hip abduction strength on its own is not a goal worth pursuing. In a fat loss phase, three sets of twenty to thirty with thirty seconds, remembering these are per side.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth. The catch with bodyweight side raises is that they stop qualifying as hard sets fairly quickly, which is why progression matters more here than in most accessory exercises.

Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way. With this movement the practical stopping point is usually when your hips start rolling backwards, which is a better cue than counting.

Where it fits in your split

At the end of a lower body session, or at home on a day you are not training.

On push, pull and legs it goes at the back of legs day. On an upper and lower split it fits either lower session as a short finisher. On a bro split it belongs late on leg day, or in the warm up if you prefer. On a full body programme it is optional and easily done at home instead. On a bodyweight programme it becomes your main hip abduction exercise, which is the situation where it matters most.

That last case is worth dwelling on. If you train at home without bands or weights, this is the only direct outer hip work available to you, and it is genuinely worth doing. Progress it by slowing the tempo, pausing at the top and eventually adding an ankle weight.

In a gym, its role is smaller. Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing more growth, and your compound work is doing more for your hips than any amount of side raising will. This tops that up rather than replacing it, and it should never displace loaded work.

Variations worth knowing

The banded side leg raise loops a band around the ankles or above the knees, which adds resistance that increases as the leg rises and neatly offsets the falling leverage.

The ankle weight version is the simplest way to load the movement and the most obvious progression once bodyweight reps get high.

The standing cable abduction takes the same action to a low pulley, giving a resistance curve you can adjust and a load you can keep increasing.

The seated hip abduction machine is the properly loaded gym version and the best available option if growing the outer hip is your aim.

The side plank with leg raise adds a substantial trunk demand by holding a side plank while the top leg lifts, which turns a small accessory into a much harder exercise.

And the banded lateral walk trains the same muscles standing, in a quarter squat, which is a useful warm up and a different position.

What the evidence says

Vigotsky and colleagues wrote about interpreting surface electromyography amplitudes in sport and rehabilitation research, which is relevant because most of the confident claims about which hip abduction exercise is best come from activation studies, and measured activation is a poor predictor of muscle growth.

Liao and colleagues reviewed unilateral versus bilateral resistance training and found broadly comparable outcomes across strength, jump and speed measures, which supports doing single sided work when it is convenient without believing it is compulsory.

Kubo and colleagues found squat training increased gluteus maximus volume, with deeper squats producing more growth, which is the evidence that loaded compound work builds the hips and that side raises are a supplement.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, supporting a full controlled arc rather than short swings.

Pedrosa and colleagues found training at long muscle lengths produced favourable adaptations, which is a fair criticism of this exercise, since the position where the abductors are most stretched is also where lying on your side provides almost no resistance.

Schoenfeld and colleagues on weekly volume and Refalo and colleagues on proximity to failure explain why bodyweight side raises need to be progressed to keep contributing anything.

Common questions

How high should I lift the leg?

Roughly forty five to sixty degrees, which is where the hip stops abducting. Lifting higher means bending at the waist, which adds nothing at the hip. If it feels like a short movement, that is because it is one.

Why do I feel it at the front of my hip?

Because you are rolling backwards and turning the movement into hip flexion. Stack your shoulders, hips and ankles in one line, roll the top hip slightly forwards so the knee points ahead, and the sensation moves to the outer hip where it belongs.

How is this different from the abduction machine?

Same muscles, much less resistance and a worse resistance curve. The machine loads you progressively and lets you keep adding weight. This gives you your leg's weight and nothing else. If the machine is available, use it and keep side raises for home.

And how is it different from a banded lateral walk?

The walk is standing, in a quarter squat, with band tension throughout and a trunk demand from moving sideways. The side raise is lying down, isolated, with no balance component at all. The walk is better as a warm up; the raise is better when you want to isolate the hip without needing equipment.

Is it worth doing if I already squat and lunge?

Only as a small extra. Your compound work already trains the hips substantially, and a few sets of bodyweight side raises will not transform anything. Include them if you want targeted outer hip work and have the time, and drop them without concern when you do not.
