How to perform it

In a ring push-up position, lower towards one hand while the other arm extends out to the side, then press back up.

  1. Set the rings at a height that gives a manageable lean angle.
  2. Take a ring in each hand and get into a push-up position.
  3. Squeeze the glutes and brace so the body is one straight line.
  4. Lower while shifting your weight over one hand.
  5. Let the other arm extend out to the side, nearly straight.
  6. Reach a depth where the working side is at about ninety degrees.
  7. Press back up through the working arm.
  8. Bring the extended arm back in as you rise.
  9. Return to a balanced position at the top.
  10. Repeat on the other side and alternate evenly.

Common mistakes

Attempting it too early

Rings plus one arm is a large jump. Build floor archer push-ups and ring push-ups first.

Twisting the torso

Rotating instead of shifting takes the load off the chest and stresses the lower back.

Bending the extending arm

If the far arm folds, it starts pressing and the exercise stops being unilateral.

Uneven sides

Doing more reps on your strong side reinforces the imbalance you came here to fix.

Rings drifting apart

Losing control of ring position mid rep leaves you in a wide, weak spot. Keep them close.

What ring archer push-ups actually train

A ring archer push-up is a push-up performed on rings where you lower towards one hand while the other arm extends out to the side, so most of the load goes through a single arm.

The pectoralis major, triceps and anterior deltoid of the working side do the pressing. The extended arm provides a small amount of support and mostly acts as an outrigger. The abs, obliques and glutes work hard to keep the body in a line and to stop it rotating.

It combines two separate difficulties, which is why it is a genuinely advanced movement rather than a mild progression.

The first is unilateral loading. Shifting most of your bodyweight onto one arm approximately doubles the load on that side compared to a standard push-up. Research on unilateral training shows single limb work addresses side to side asymmetries in a way bilateral training does not, since a stronger side cannot compensate.

The second is instability. Rings move freely, so the working arm has to control the ring's position while pressing, and the extended arm has to manage a ring that wants to slide away. Studies on unstable surface training show increased stabiliser demand alongside reduced force production from the prime movers, which is exactly the trade here.

Stacking those two means the jump from ring push-ups is substantial. The honest description is that this is a difficult intermediate to advanced skill whose main training value is as a step towards a one arm push-up, and as a way to expose and correct side to side differences that regular pressing hides.

Setting up and executing

Set the rings at a height that gives a manageable lean angle. Start more upright than you expect to need.

Take a ring in each hand and get into a push-up position. Squeeze the glutes and brace so the body is one straight line from head to heels.

Lower while shifting your weight over one hand. Let the other arm extend out to the side, staying nearly straight.

Reach a depth where the working side is at roughly ninety degrees at the elbow.

Press back up through the working arm, bringing the extended arm back in as you rise, and return to a balanced position at the top.

Repeat on the other side, alternating evenly across the set.

The mistakes that cost you the most

Attempting it too early is the main one. Rings plus unilateral loading is a large jump from anything easier, and the usual result is a set of half reps with a twisted torso. Build floor archer push-ups and comfortable ring push-ups first.

Twisting the torso is how the body finds a way to do the movement without doing the work. Rotating rather than shifting takes load off the chest and puts it into the lower back. The shoulders and hips should stay square.

Bending the extending arm means the far side starts pressing, which quietly turns it back into a two arm push-up. Keep it nearly straight.

Uneven sides is the specific error that undoes the point of the exercise. If you do eight on your strong side and five on your weak side, you have reinforced the asymmetry you came here to fix. Match the reps to the weaker side.

And rings drifting apart mid rep leaves you spread wide with a load on one arm, which is the weakest and least comfortable position available. Keep them close and controlled.

Sets, reps and rest by goal

Low reps, both because the load is high and because form degrades quickly.

For muscle gain, three sets of four to eight each side with ninety seconds rest. For strength, four sets of three to six each side with two minutes. In a fat loss phase, three sets of six to ten each side with a minute at an easier lean.

Always lead with the weaker side and match the stronger side to it. That is the standard approach for unilateral work and it is the only way the asymmetry actually closes.

Progress by walking the feet back to steepen the lean, then eventually by elevating the feet. Both changes are significant, so make one at a time.

Negatives are useful if you cannot yet press back up: lower slowly to one side, then use both arms to return.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and unilateral sets count per side, so a set of six each side is two hard sets of chest work in practice. Refalo and colleagues found stopping a rep or two short of failure produces comparable growth to going all the way, which suits an exercise where the last rep is where the twisting starts.

Where it fits in your split

Early in a push or upper session, as the main press.

On push, pull and legs it goes at the start of push day. On a bro split it opens chest day. On an upper and lower split it is the horizontal press. On a bodyweight programme it is an advanced push-up progression and belongs on push day while you are fresh.

It goes early because it demands full control and coordination, both of which vanish as a session progresses. Attempting these at the end of a session after pressing is how people learn what a twisted rep feels like.

Its place in a programme depends on your goal. If the aim is a one arm push-up, this is a necessary step and should be trained regularly. If the aim is chest size, single arm dumbbell pressing achieves the unilateral benefit with precise load control and far less coordination overhead, and is the more efficient choice.

Once or twice a week, three or four sets.

Variations worth knowing

Ring push-ups with both arms are the direct prerequisite and where the ring control is built.

Floor archer push-ups are the other prerequisite, giving the unilateral load without the instability, and are where the pattern is learned.

The one arm push-up is the full progression, with the other arm behind the back, and this exercise is the main route to it.

Ring push-up negatives, lowering slowly only, build the strength to press back up when full reps are not yet available.

Feet elevated ring archer push-ups add load through body angle and are the next step once the flat version is comfortable.

And the single arm dumbbell press is the loaded version of the same unilateral idea, with proper increments and no balance problem to solve.

What the evidence says

Research on unilateral training shows single limb work is effective at addressing side to side asymmetries, because a stronger limb cannot compensate for a weaker one. That is the strongest argument for archer variations over standard push-ups.

Further work on unilateral and bilateral training shows both build strength effectively, with unilateral work offering specific advantages for balance and asymmetry correction rather than superior overall strength gains.

Studies on unstable surface training show increased stabiliser and trunk demand alongside reduced prime mover force output, which is the accurate description of what rings add.

Research on trunk muscle activity in push-up variations shows unilateral and unstable versions substantially increase abdominal and oblique demand, supporting the anti-rotation component described here.

Pallares and colleagues found full range training beat partial range training, supporting reaching a genuine depth on the working side rather than performing shallow reps.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming.

Common questions

What should I be able to do before trying these?

Around ten controlled ring push-ups and around eight archer push-ups per side on the floor. Rings and unilateral loading are each a significant step, and combining them without both foundations produces twisted half reps rather than training.

How do I make them easier?

Raise the rings and stand more upright, which reduces the proportion of your bodyweight going through the working arm. It is the same adjustment as for any ring push-up and it is the only load control you have short of changing your foot position.

Why does my body twist?

Because the working side is not strong enough to press you back up without help, so the trunk rotates to recruit more. Regress to a shallower lean, do fewer reps, and brace the glutes harder. Twisting reps are not worth keeping.

Should I do the same reps on both sides?

Match both sides to whatever the weaker side can do. Doing extra reps on your strong side widens the gap you are trying to close. Lead with the weak side each set so it is not fatigued when its turn comes.

Are these better than single arm dumbbell pressing?

For building chest size, no. A dumbbell lets you load precisely and progress in small increments without coordination limiting you. Ring archers are better if the goal is a one arm push-up or if rings are the only equipment you have.
