How to perform it

Standing on a band with the other end over your shoulders, dip into a quarter squat and jump vertically, landing softly against the band's pull.

  1. Choose a light to moderate band, not a heavy one.
  2. Stand on the middle of the band with both feet.
  3. Loop the ends over your shoulders or hold them at shoulder height.
  4. Set the feet hip to shoulder width and brace the abs.
  5. Check there is some tension in the band while standing.
  6. Dip quickly into a quarter squat.
  7. Swing the arms if the band position allows it.
  8. Jump vertically, extending fully against the band.
  9. Land on the whole foot, absorbing through knees and hips.
  10. Reset the band position and repeat.

Common mistakes

Using a band that is far too heavy

A thick band turns the jump into a slow grind, which removes the point of the exercise. Light to moderate only.

Letting the band slip off the shoulders

A band snapping up towards your face is a genuine hazard. Check the position every rep.

Rushing the landing

The band pulls you down faster than gravity alone. Prepare to absorb more than you would in a normal jump.

Assuming it builds legs

It is still a plyometric. Brief tension, tiny total work and no meaningful hypertrophy stimulus.

Long sets

Jump quality falls fast, and the band makes tired reps sloppier still. Keep sets to a handful of reps.

What the band jump squat actually trains

A band jump squat is a plyometric exercise in which you stand on a resistance band, loop the other end over your shoulders, and perform a vertical jump squat against the band's pull.

The gluteus maximus, quadriceps and hamstrings drive the movement, with the gastrocnemius and soleus finishing at the ankle and the trunk bracing throughout.

Before anything else, the honest framing: this is a jump squat with a band on it. It is close to identical to the ordinary squat jump already in this library, and if you do not own a band you are missing very little.

What the band genuinely changes is worth knowing, though, because it is not nothing.

The first change is accommodating resistance. A band gets stiffer as it stretches, so resistance rises as you extend. In an ordinary jump the hardest part is the beginning of the drive, and by the time you are near full extension there is very little left to fight. With a band, the load increases exactly where it would otherwise be falling away.

The second change follows from the first. Because the resistance climbs towards the top, the band makes full hip and ankle extension harder, and that final extension is where a lot of jump height is made.

The third change is the landing, and it is the one people are unprepared for. The band pulls you back to the floor faster than gravity would.

None of this makes it a muscle building exercise. Plyometrics are power and conditioning work, and adding elastic resistance does not change the fact that each rep loads the muscle for a fraction of a second.

Setting up and executing

Choose a light to moderate band. This is the decision that determines whether the exercise works, and most people pick something far too thick.

Stand on the middle of the band with both feet, evenly weighted so it does not pull to one side. Loop the ends over your shoulders, or hold them at shoulder height if that sits more securely.

Check that there is already some tension in the band while you are standing upright. If it is slack at the top, it is doing nothing where it is supposed to do the most.

Set the feet hip to shoulder width and brace the abs. Dip quickly into a quarter squat, keeping the descent fast and shallow.

Jump vertically, fighting to extend fully at the top against the band's increasing pull.

Land on the whole foot, absorbing through the knees and hips, and expect the ground to arrive earlier than usual. Reset the band before the next rep.

The mistakes that cost you the most

Using a band that is far too heavy is the fault that ruins this exercise. A thick band means you barely leave the floor, the movement becomes a slow grinding squat, and every reason for jumping has been removed. If you cannot get meaningful air, the band is wrong.

Letting the band slip off the shoulders is the safety issue. A stretched band that escapes travels upwards very fast and towards your head. Check the position on every rep.

Rushing the landing is specific to the banded version. The elastic pull accelerates your descent, so the landing carries more force than the same jump without the band. Schoenfeld's review of squatting kinematics and kinetics gives a sense of how substantial knee and hip forces become in a flexed position, and here you are adding downward force on top of bodyweight.

Assuming it builds legs is the misunderstanding that surrounds every plyometric. Roig and colleagues found eccentric work drives strength and mass gains, and while a banded landing does add eccentric load, it does so briefly and at a rep count far too low to matter.

And long sets are worse here than in a plain jump squat, since the band makes tired reps both lower and less stable.

Sets, reps and rest by goal

Few reps, long rest, and stop while the jumps are still good.

For muscle gain, three sets of three to five with two minutes rest, understood as power work sitting alongside your leg training rather than counting towards it. For strength and power, four sets of three to five with three minutes. In a fat loss phase, three sets of six to ten with ninety seconds, accepting that the exercise has become conditioning.

Progress by band tension only when jump height is holding up. If moving to a thicker band drops your jump noticeably, go back.

Refalo and colleagues found that stopping short of failure produces comparable growth to training to failure, which is a useful general rule and an understatement here. In plyometric work you should stop long before failure, because the moment jump quality falls the training effect goes with it.

Schoenfeld and colleagues' dose response analysis of weekly hard sets is the reason to keep this brief. Your leg size comes from the squats, presses and hinges elsewhere in the session.

One or two sessions a week is plenty.

Where it fits in your split

At the start of a lower body session, before the loaded work.

On push, pull and legs it opens legs day. On a bro split it starts leg day. On an upper and lower split it precedes the squats. On a full body programme it makes a fast opener that needs nothing but a band. On a bodyweight programme it is the power element.

Its practical advantage is portability. A band packs into a bag, which makes this a reasonable way to get power work into a session with no equipment.

The practical case against it is that the setup is fiddly, the band position needs constant attention, and an ordinary squat jump gives you nine tenths of the benefit with none of the faff. If you enjoy it, use it. If the band irritates you, drop it and jump without one, and nothing important is lost.

Where it does earn its place is variety across a training block, without pretending the difference is large.

Variations worth knowing

The plain squat jump is the same movement without the band and is the simpler default for almost everyone.

The box jump adds a platform to land on, which mostly adds a knee tuck rather than more power.

The broad jump sends you horizontally, training a direction the vertical jumps do not touch.

The banded speed squat keeps you on the floor and asks for maximum speed on the way up, which gives you much of the intent with none of the landing.

The dumbbell jump squat loads the hands rather than the shoulders, adding resistance evenly through the range instead of increasing it towards the top.

And the split squat jump lands you in a lunge and swaps legs in the air, adding a single leg element.

What the evidence says

Liao and colleagues' systematic review and meta-analysis of unilateral versus bilateral resistance training found improvements in jump, sprint and change of direction outcomes from resistance training generally, supporting the view that heavy compound work builds jump ability and that jumps refine rather than create it.

Schoenfeld's review of squatting kinematics and kinetics describes joint loading through the squat pattern, which informs both the shallow dip and the deliberate absorption of a landing made faster by the band.

Vigotsky and colleagues' work on interpreting surface electromyography amplitudes cautions against the common claim that a band produces more activation and therefore more growth, since amplitudes do not translate simply into hypertrophy outcomes.

Schoenfeld and colleagues' comparison of concentric and eccentric muscle actions found eccentric work produced at least equal and often greater hypertrophy, relevant because the band adds eccentric force on landing, though far too briefly to matter.

Roig and colleagues reached similar conclusions in their meta-analysis of eccentric versus concentric training.

Schoenfeld and colleagues' dose response analysis of weekly hard sets explains why plyometric work should not be counted towards your leg volume.

Refalo and colleagues found proximity to failure was not decisive for hypertrophy, and in jump training you should stay further from failure still.

Common questions

How is this different from a normal squat jump?

Very little. It is the same jump with a band added. The band provides accommodating resistance, meaning it gets harder as you extend, so it loads the top of the movement where an ordinary jump has almost nothing left. It also makes the landing harder, because it pulls you down faster than gravity. If you have no band, use the plain squat jump and lose almost nothing.

What band should I use?

Light to moderate. The test is simple: if you are barely leaving the floor, the band is too heavy and you are doing slow squats. There should be tension at the top of your stance and you should still get real air.

Does it build more muscle than a bodyweight jump?

No. Both are plyometrics, and both load the muscle for a fraction of a second per rep. The band changes the resistance profile, not the category of exercise. Leg size comes from squats, presses, hinges and curls.

Is the landing dangerous?

It needs more attention than an unbanded landing, because you arrive faster. Land on the whole foot, bend the knees and hips, and keep sets short so you are never absorbing a hard landing on tired legs. Used sensibly it is fine.

Can I put the band around my knees instead?

That is a different exercise. A band around the knees resists hip abduction rather than hip extension, so it does nothing to load the jump. If you want the effect described here, the band has to run from under your feet to your shoulders.
