Pistol Squat

A full depth single leg squat with the free leg held out in front. Impressive, demanding, and a mobility test as much as a strength one.

How to perform it

Standing on one leg with the other extended in front of you, squat down until the hamstring meets the calf, then stand back up without touching the free foot down.

  1. Stand on one leg with the other extended in front, a few inches off the floor.
  2. Reach both arms forward to counterbalance.
  3. Set the standing foot flat and the weight through the middle of it.
  4. Brace the abs and take a breath.
  5. Bend the standing knee and hip together, sitting back and down.
  6. Keep the free leg lifted and straight as you descend.
  7. Lower until the hamstring rests against the calf.
  8. Pause briefly without collapsing at the bottom.
  9. Drive up through the whole standing foot.
  10. Finish standing tall without letting the free foot touch down.

Common mistakes

Treating it as a strength exercise first

For most people the limit is ankle and hamstring range, not leg strength. Train the range separately.

The heel lifting off the floor

A heel that rises means you have run out of ankle dorsiflexion. Elevate the heel deliberately rather than pretending.

Dropping into the bottom

Collapsing into the hole loads the knee suddenly and teaches you nothing about controlling it.

Skipping the progressions

Box pistols and assisted pistols build the pattern. Attempting the full version cold mostly builds frustration.

Expecting it to build your legs

One set of five is not much leg stimulus. Load a split squat if size is the aim.

The other full depth single leg squat, with the rear leg folded behind instead.

The loadable single leg squat, and the better choice for building the legs.

What the pistol squat actually trains

A pistol squat is a full depth squat performed on one leg with the other leg held straight out in front of you throughout the movement.

The standing leg does the work. The quadriceps extend the knee through a very long range, gluteus maximus and adductor magnus extend the hip, and the hamstrings and calf of the standing leg work hard to control the position at the bottom. The abs and hip flexors of the free leg work isometrically the whole time to keep it off the floor.

The honest description of this exercise is that it is a skill before it is a strength exercise. Three separate qualities have to be present at once. You need enough ankle dorsiflexion for the shin to travel forward over a flat foot. You need enough hamstring length in the free leg to hold it straight and elevated while your torso folds. And you need the strength and balance to control the bottom position.

Most people fail on the first two, not the third, which is why a person who can squat a heavy barbell often cannot do a single pistol.

That does not make it worthless. It makes it worth being clear about what you are training. Speirs and colleagues and Liao and colleagues both found unilateral training produces strength and performance outcomes comparable to bilateral work, so single leg squatting is legitimate training. But the pistol is the least loadable version of it, and the version most limited by things other than muscle.

Setting up and executing

Stand on one leg with the other extended in front, a few inches off the floor. Reach both arms forward; they act as a counterweight and make the balance considerably easier.

Set the standing foot flat with the weight through the middle of it, brace the abs and take a breath.

Bend the standing knee and hip together, sitting back and down at the same time. Keep the free leg lifted and straight as you descend rather than letting it drift down.

Lower until the hamstring rests against the calf, and pause briefly without collapsing.

Drive up through the whole standing foot and finish standing tall, without letting the free foot touch down between reps.

The mistakes that cost you the most

Treating it as a strength exercise first is the root error. If you cannot do one, adding sets of attempts will not fix it. Work on ankle dorsiflexion and hamstring range separately, use box pistols to build the pattern, and come back.

The heel lifting off the floor is the most visible symptom of insufficient ankle range. You can raise the heel on a small wedge or a plate, which is an entirely legitimate way to do the exercise, but do it deliberately rather than letting the foot roll onto the toes mid rep.

Dropping into the bottom loads the knee suddenly at deep flexion and teaches you nothing. Escamilla's analysis of knee biomechanics in the squat shows that joint forces are managed well through a controlled deep range, and control is the operative word.

Expecting it to build your legs is the last mistake and the most consequential. Three sets of five per leg with no external load is not a large hypertrophy stimulus. Schoenfeld and colleagues found a dose response between hard sets and growth, and this movement gives you very few hard sets per unit of time.

Sets, reps and rest by goal

Programme it as skill work with a strength component.

For muscle gain, three sets of five to ten per leg with two minutes rest, though this is not the exercise to build on if size is the goal. For strength, four sets of three to six with three minutes. In a fat loss phase, three sets of eight to twelve with ninety seconds.

Progress by reducing assistance rather than by adding load. Move from a high box to a lower one, from two hands on a rig to one finger, from a counterweight plate to nothing. Once you can do ten clean unassisted reps per leg, further progress means holding a dumbbell, at which point you are essentially doing a very awkward loaded single leg squat.

Where it fits in your split

Early in a lower body session, or as standalone skill practice.

On push, pull and legs it goes on legs day, near the start. On a bro split it works as skill work before the loaded lifts. On an upper and lower split it belongs early in the lower session. On a full body programme it is a reasonable legs choice when no equipment is available. On a bodyweight programme it is the legs movement, assuming you can do it.

If you want a party trick, a benchmark of lower body control, or a leg exercise you can do in a hotel room, it is excellent and worth the months of practice.

If you want bigger or stronger legs, it is an inefficient route. Everything the pistol trains, a loaded split squat trains with more range of load, less setup, and no mobility prerequisite. Kubo and colleagues found deeper squatting built more muscle, and you can get that depth with a rear foot elevated split squat without needing exceptional ankle range.

Variations worth knowing

The box pistol squat sits you to a bench or box, which sets the depth, removes the balance problem at the bottom, and is the single most useful progression there is.

The assisted pistol squat uses a rig upright, a doorframe or a suspension strap for balance, letting the leg do the work while you learn the pattern.

The heel elevated pistol squat puts a small wedge or plate under the heel, removing the ankle dorsiflexion requirement, which is a legitimate long term version rather than a cheat.

The counterweighted pistol squat has you hold a light plate at arm's length, which shifts your centre of mass forward and, counterintuitively, makes the movement noticeably easier.

The shrimp squat is the other full depth single leg squat, with the rear leg folded behind rather than the front leg extended, and it demands a different set of things.

And the Bulgarian split squat is the loadable relative of all of these, and the better choice if the goal is leg size rather than leg skill.

What the evidence says

Speirs and colleagues compared unilateral and bilateral squat training and found single leg work produced comparable strength gains with better transfer to single leg tasks, which is the general case for training on one leg.

Liao and colleagues pooled the unilateral versus bilateral literature and found broadly similar strength and jump outcomes, with an advantage for unilateral work on change of direction, again supporting single leg squatting as legitimate rather than supplementary.

Kubo and colleagues trained squats at different depths and found greater lower limb muscle volume with deeper squatting, which is the strongest argument in favour of a full depth single leg squat, and also the argument for using a version you can actually load.

Hartmann and colleagues analysed knee and spinal loading across squat depths and found no support for the claim that deep squatting damages the knee, which addresses the usual objection to a movement that finishes with the hamstring on the calf.

Escamilla's review of knee biomechanics in the dynamic squat describes how joint forces distribute through deep flexion, supporting a controlled descent rather than a drop.

Pallares and colleagues found full range training beat partial range work for strength and hypertrophy, and Schoenfeld and colleagues found a dose response between weekly hard sets and growth, which together explain why the pistol is a good movement pattern and a poor volume tool.

Common questions

Why can I squat heavy but not do a pistol?

Because the pistol is limited by ankle dorsiflexion and hamstring length before it is limited by leg strength. A barbell squat lets you spread the demand across two legs and adjust your stance. A pistol gives you neither option, so the mobility requirements become the gate.

How is this different from a shrimp squat?

Both are full depth single leg squats. The pistol holds the free leg straight out in front, which demands ankle range and hamstring length. The shrimp folds the rear leg behind you, which is more knee dominant and demands quadriceps range and a stronger anti forward fold from the trunk. They are cousins, not duplicates, and most people find one clearly easier than the other.

Will pistol squats build my legs?

Not efficiently. Three sets of five to ten unloaded reps is a small stimulus compared with a loaded split squat, and the movement is hard to progress once bodyweight becomes easy. Do it because you want the skill and the control, not because you expect it to add size.

Is going that deep bad for my knees?

No. Analyses of joint loading across squat depths do not support the claim that deep knee flexion under bodyweight or sensible load harms the joint. What matters is control on the way down, not the depth itself.

What is the fastest way to learn one?

Box pistols, lowered progressively. Sit to a high box on one leg, stand back up, and take a few centimetres off the box every couple of weeks. Add a heel wedge if your ankle limits you and a counterweight plate if your balance does. Most people get there in a few months this way and never get there by simply attempting full reps.
