How to perform it
With your forearms flat on a bench and your hands hanging over the edge, raise the backs of your hands against a light dumbbell or band.
- Kneel or sit beside a flat bench at about waist height.
- Take a light dumbbell in each hand with an overhand grip.
- Lay both forearms flat along the bench, palms facing down.
- Slide forward until the wrists sit just past the edge.
- Let the hands hang down as far as they comfortably go.
- Press the forearms into the bench to lock them still.
- Raise the backs of the hands until the knuckles point upwards.
- Hold the top position for a full second.
- Lower over about three seconds back to the hang.
- Keep the movement smooth and stop when the range shortens.

Common mistakes
Wrists too far onto the bench
If the edge sits under your palm rather than your wrist, the bench blocks the bottom of the range and you lose the stretch.
Copying your wrist curl weight
The extensors are far weaker than the flexors. Starting with the same dumbbells produces short reps and an unhappy wrist.
Jerking the weight up
These are small muscles with a short range. A fast rep is mostly momentum and very little training.
Holding the dumbbell loosely
A slack grip lets the weight tip and roll, which turns the exercise into a balancing act.
Chasing a fix rather than a habit
The value here is accumulated tolerance over months. Expecting an immediate effect on wrist or elbow discomfort will disappoint you.

What wrist extension actually trains
Wrist extension is a forearm isolation exercise in which you support your forearms on a bench with your hands hanging over the edge and raise the backs of your hands against a light load.
The extensor carpi radialis longus and brevis, the extensor carpi ulnaris and the extensor digitorum do the work, with the brachioradialis assisting from its position across the elbow. That group forms the back of the forearm, and it is the half of the arm that a normal training week barely touches.
The setup is what distinguishes this from a reverse wrist curl done on your thighs. A bench does not move, does not sag and cannot be nudged upwards by your legs when the weight gets hard. The forearm is genuinely fixed, so the only joint that can move is the wrist.
The honest position on why you would bother is the same as for all extensor work. Everything you pull, hold and carry loads the flexors. Almost nothing loads the extensors. A few light sets a week is a cheap way to stop one side of the forearm being trained twenty times more than the other.
What it is not is a treatment. Extensor work gets sold as a cure for elbow pain far more confidently than the evidence supports. Train it as a habit, not as a remedy.
Setting up and executing
Kneel or sit beside a flat bench set at roughly waist height. Take a light dumbbell in each hand with an overhand grip.
Lay both forearms flat along the bench with the palms facing down, then slide forward until your wrists sit just past the edge. The edge should be under the wrist, not under the palm, or the bench itself will block the bottom of the range.
Let your hands hang down as far as they comfortably go, and grip the dumbbells firmly so they do not tip.
Press the forearms into the bench to lock them in place. Nothing above the wrist moves for the rest of the set.
Raise the backs of the hands until the knuckles point upwards, and hold the top for a full second. That pause is the difference between a rep and a twitch.
Lower over about three seconds, all the way back to the hang, and repeat. Stop the set when the range shortens rather than when you physically cannot lift the weight.
The mistakes that cost you the most
Wrists too far onto the bench is the setup error that quietly halves the exercise. If the bench edge is under your palm, your hand cannot drop, the stretched position disappears and you are left with about thirty degrees of range. Slide back until the wrist is genuinely clear of the edge.
Copying your wrist curl weight is the loading error. The extensors handle around half of what the flexors handle, and often less than that in someone who has never trained them. Start with the lightest dumbbells in the rack and be entirely unbothered about it.
Jerking the weight up is the tempo error. These are small muscles with a short range, and a fast rep is mostly momentum. Slow up, pause, slow down.
Holding the dumbbell loosely turns the movement into a balancing act, because the weight tips and rolls in the hand and your attention goes to controlling it rather than to the wrist.
And chasing a fix rather than a habit is the mistake of expectation. The benefit here accumulates over months of small, consistent sets. If you come in expecting a wrist or elbow problem to resolve in a fortnight, you will stop before anything useful has happened.
Sets, reps and rest by goal
Light, slow and high rep, with the same prescription whatever your goal.
For muscle gain, three sets of fifteen to twenty with a minute of rest. For strength, three sets of twelve to fifteen with ninety seconds. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.
Progression here is a nuisance because dumbbell increments are huge relative to the load. Moving from two kilos to four is a doubling. Add reps first, add a slower eccentric second, and change dumbbells only when the top of the rep range is comfortable on every set.
If your gym has fractional plates, this is one of the few exercises where they genuinely matter.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. For a muscle group starting from zero direct training, even four to six hard sets a week is a large relative increase.
Refalo and colleagues found stopping a rep or two short of failure produced comparable growth to going to failure, which suits an exercise where the last reps are short, shaky and largely pointless.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, which is the argument for the deliberate three second lowering rather than dropping the hands.
Where it fits in your split
At the end of a session, or genuinely outside the gym.
On push, pull and legs it goes last on pull day. On a bro split it closes arm day. On an upper and lower split it can be added to either upper session. On a full body programme it is optional, and one of the few exercises that is perfectly reasonable to move to a rest day at home with a light dumbbell.
That flexibility is worth taking advantage of. Wrist extension needs no warm up, produces almost no fatigue and takes four minutes. It is one of the few things in a programme that can genuinely be done in front of the television.
Pair it with wrist flexion work if you are doing this in the gym. Opposing muscles, no rest needed, both halves in one block.
Keep it in proportion. If the choice is between three sets of rows and three sets of wrist extensions, the rows win every time.
Two or three sessions a week suits it well.
Variations worth knowing
The reverse wrist curl is the same movement with the forearms on your thighs. It is faster to set up and slightly less strict, and the difference is small enough that most people should use whichever is convenient.
The barbell reverse wrist curl puts both hands on one bar, which loads in smaller steps than a dumbbell rack allows.
A single arm version, with your free hand pinning the working forearm to the bench, is the right choice if one wrist is noticeably weaker.
A cable version keeps tension on through the whole range.
Band wrist extension with an elastic ring around the fingers is the portable option, and the one most likely to actually get done.
And the reverse curl is the heavier alternative, bending the elbow with an overhand grip to load the brachioradialis and extensors together with far more weight than any wrist movement allows.
What the evidence says
Marcolin and colleagues compared muscle activity across curl variations and found that grip and forearm position determine which muscles do the work, which supports treating pronated forearm training as a separate job from supinated work.
Lehman examined grip width and forearm pronation and supination during pressing and found measurable shifts in upper body muscle activity, illustrating the same point from another movement.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, which is the direct argument for setting the bench edge under the wrist so the hands can drop fully.
Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, reinforcing the value of the hanging stretch at the bottom of each rep.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is the framework for deciding how much of this is worth doing.
Refalo and colleagues found stopping short of failure produced comparable hypertrophy to training to failure, which suits a movement whose final reps degrade badly.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the slow, controlled lowering that this exercise is built around.
Common questions
How is this different from a reverse wrist curl?
The support, and nothing else. Wrist extension uses a bench or table so the forearm is genuinely fixed; a reverse wrist curl uses your thighs, which can shift and help. The muscles, the range and the loading are the same. If you already do one, there is no reason to add the other.
Where exactly should the bench edge sit?
Under your wrist, not under your palm. If the edge is too far forward it physically blocks the hand from dropping, which removes the stretched half of an already short range and leaves you doing very little.
How light is light?
Lighter than you think. Two to four kilos per hand is a real starting point for most people, and starting with no weight at all for the first couple of sessions is not silly. If your forearms lift off the bench, the load is wrong.
Is this useful for wrist or elbow discomfort?
It may build tolerance over months, which is a reasonable thing to want. It is not a treatment and the claims made for it in fitness content run well ahead of what can be promised. Anything persistent deserves proper assessment.
Can I do this every day?
You can do it two or three times a week comfortably, and light band work more often than that. There is no prize for daily sets, and the extensors respond to the same principles as everything else: enough hard sets, full range, and consistency over months.
