How to perform it

Seated with your forearms on your thighs and a low cable handle in your hands, curl your wrists upwards against the cable, then lower under control.

  1. Set a cable pulley to its lowest position and attach a straight bar.
  2. Place a bench a couple of feet in front of the pulley, facing away.
  3. Sit down and take the bar with an underhand grip.
  4. Rest your forearms flat along your thighs with the wrists past the knees.
  5. Shuffle back until the cable is taut at the bottom of the range.
  6. Let the wrists extend fully and the fingers open slightly.
  7. Close the fingers to draw the bar into the palm.
  8. Curl the wrists upwards against the cable.
  9. Squeeze for a beat at the top.
  10. Lower over about three seconds without letting the tension drop.

Common mistakes

Sitting too close to the pulley

If the cable goes slack at the bottom you have lost the only real advantage over a barbell. Shuffle back until it stays taut.

Loading it heavily

The stack tempts you upwards in large jumps. The wrists take the strain long before the forearms get trained.

Forearms coming off the thighs

Any lift at the elbow means the biceps and shoulders are helping and the wrists are not working.

Short reps at the bottom

Stopping at a neutral wrist removes the stretched half of an already tiny range.

Doing only flexion work

Training the flexors alone deepens an imbalance that most training weeks already have. Pair it with extensor work.

What the cable wrist curl actually trains

A cable wrist curl is a forearm isolation exercise in which you sit with your forearms resting on your thighs and curl your wrists upwards against the pull of a low cable.

The flexor carpi radialis and flexor carpi ulnaris flex the wrist, and the flexor digitorum superficialis and profundus close the fingers when you let the handle roll out and draw it back in.

The cable's contribution is narrow but real. A barbell wrist curl is loaded by gravity, so at the bottom of the range, with the wrists extended and the bar resting on the fingers, the leverage is at its worst and the movement often goes slack. A cable pulls in a constant line along the direction of travel, so tension is present through the whole range including the stretched position.

On a normal exercise that difference is small. On a movement with perhaps sixty degrees of travel, losing tension at the bottom means losing a large proportion of the total work.

That said, keep the enthusiasm in proportion. Direct forearm flexor work is optional for most people. Everything you pull, hold or carry already loads these muscles. If your forearms are not a stated priority, you can skip this and lose nothing.

Marcolin and colleagues found that grip and forearm position determine which muscles do the work in curling movements, which is the general principle behind separating flexor and extensor training rather than assuming one covers the other.

Setting up and executing

Set a cable pulley to its lowest position and attach a straight bar. Place a bench a couple of feet in front of the pulley, facing away from the machine.

Sit down and take the bar with an underhand grip. Rest your forearms flat along your thighs with the wrists hanging past your knees.

Shuffle backwards until the cable is taut at the bottom of the range. This is the setup decision that makes the exercise worth doing, so spend a moment on it.

Let the wrists extend fully and the fingers open slightly, so the bar rolls towards the fingertips.

Close the fingers to draw the bar back into the palm, then curl the wrists upwards against the cable. Squeeze for a beat at the top.

Lower over about three seconds, resisting the cable the whole way, and let the fingers open again at the bottom.

The forearms stay pressed into the thighs for every rep of every set.

The mistakes that cost you the most

Sitting too close to the pulley is the fault that quietly cancels the exercise. If the cable goes slack in the stretched position you have paid the setup cost of a cable and are getting a worse barbell wrist curl in return. Move back until the line stays taut throughout.

Loading it heavily is the usual forearm error, made easier by a weight stack that moves in convenient jumps. Wrist curls have a very short range and are easy to load stupidly. The joint takes the strain long before the muscles are trained.

Forearms coming off the thighs is what heavy loading looks like in practice. If the elbows rise, the biceps and shoulders have taken over.

Short reps at the bottom remove the stretched half of the range. Pallarés and colleagues found full range training beat partial range training for strength and hypertrophy, and Pedrosa and colleagues found long muscle length training particularly favourable for growth. Both point at the same instruction: let the wrists open fully.

And doing only flexion work deepens the imbalance that a normal training week already builds. Almost everything you do loads the flexors. Pair this with extensor work or you are adding to a problem.

Sets, reps and rest by goal

Light, controlled and high rep, with the same recommendation regardless of goal.

For muscle gain, three sets of fifteen to twenty with a minute of rest. For strength, three sets of twelve to fifteen with ninety seconds, although wrist flexion strength as a training goal is fairly rare. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.

The advantage of a cable is a fine weight increment on many stacks. On a movement this small, standard barbell jumps are far too coarse.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the argument for six to nine hard sets across a week if forearms genuinely matter to you, and for skipping the exercise entirely if they do not.

Refalo and colleagues found stopping a rep or two short of failure produced comparable growth to training to failure. Here that maps neatly onto stopping when the range starts to shorten, which is usually two or three reps before you physically cannot move the handle.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, which supports resisting the cable on the way back rather than letting the stack pull your hands open.

Where it fits in your split

At the end of a session, after the work that actually drives your training.

On push, pull and legs it goes last on pull day. On a bro split it closes arm day. On an upper and lower split it can be added to either upper session. On a full body programme it is easy to drop and rarely missed.

The practical case against it is the cable station. A wrist curl occupies a pulley for six or seven minutes to train a muscle group that most people care about mildly, and in a busy gym that is not a reasonable trade. A pair of dumbbells does nearly the same job in the corner.

The case for it is when your forearms are a real priority, or when you are already at the cable station doing something else.

Superset it with cable reverse wrist curls by simply turning your hands over. Opposing muscles, no rest needed, both halves trained in one block of time.

Two or three sessions a week is comfortable.

Variations worth knowing

The barbell wrist curl is the same movement with a free bar. It sets up in seconds and loses tension at the bottom, which is the whole difference between the two.

The dumbbell wrist curl works one hand at a time and lets each wrist find its own line, useful if a straight bar bothers one side.

A single arm cable wrist curl stops the stronger side quietly carrying the weaker one.

The cable reverse wrist curl is the same setup with an overhand grip and trains the extensors, which are the more neglected half.

The wrist roller trains flexion and extension in one continuous, deeply unpleasant set.

And the farmer's carry trains grip endurance under genuinely heavy load, which is what most people actually want when they say they want stronger forearms.

What the evidence says

Marcolin and colleagues compared muscle activity across curl variations and found that grip and forearm position determine which muscles take the load, which supports treating flexor and extensor training as separate jobs.

Lehman examined grip width and forearm pronation and supination during pressing and found measurable shifts in upper body muscle activity, reinforcing how much hand position changes what is loaded.

Pallarés and colleagues found full range training produced better outcomes than partial range training, which on a range this short means letting the wrists open completely at the bottom.

Pedrosa and colleagues found training at long muscle lengths produced favourable hypertrophy outcomes, which is the specific reason constant tension in the stretched position is worth anything at all.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, setting the expectation for how much forearm volume is required before anything visible happens.

Refalo and colleagues found stopping short of failure produced comparable growth to training to failure, which suits a movement where the reps closest to failure have the worst technique.

Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the slow, resisted return.

Common questions

How is this different from the barbell wrist curl?

Barely. The cable keeps tension on at the bottom of the range where a barbell goes slack, which is a real but modest advantage on a very short movement. The barbell sets up faster and does not occupy a pulley. If both are available and the gym is quiet, use the cable; otherwise use the bar and stop thinking about it.

How far back should I sit?

Far enough that the cable is taut when your wrists are fully extended. If the line goes slack at the bottom you have thrown away the reason you chose a cable. Check it on the first rep of the first set.

How heavy should I go?

Light. Wrist curls have a short range and are easy to load stupidly, and the wrist joint tends to complain long before the muscles are meaningfully trained. Use the smallest increments your stack allows and add reps rather than weight.

Do I need to do wrist curls at all?

Most people do not. Rows, pull-ups, deadlifts, curls and carries load the forearm flexors constantly. Direct work is worth adding when forearms are a specific priority or a visible weak point, and is easy to skip otherwise.

Should I train extensors too?

Yes, and more than you think. Nearly every exercise you do loads the flexor side, so the extensors are the genuinely neglected half. Turn your hands over and do the same number of sets in the same block of time.
