How to perform it
With your forearms resting on your thighs and an overhand grip on a barbell, extend your wrists upwards, then lower under control.
- Sit on a bench with your feet flat and slightly wider than your hips.
- Take a light barbell with an overhand grip, hands about shoulder width.
- Rest your forearms flat along your thighs.
- Slide forward so the wrists hang just past the knees.
- Let the wrists drop as far as they comfortably go.
- Keep the forearms pressed down and completely still.
- Extend the wrists upwards as far as the joint allows.
- Pause for a beat at the top with the knuckles high.
- Lower over about three seconds back to the stretched position.
- Stop the set when the range visibly shortens rather than when the weight stops.

Common mistakes
Loading it like a curl
The extensors are far weaker than the flexors. A weight that feels sensible for wrist curls will be roughly double what you can control here.
Lifting the forearms
If the elbows and forearms rise off the thighs, the shoulders and biceps are helping. Only the wrists should move.
Cutting the bottom off
Starting from a neutral wrist removes the stretched half of an already short range and leaves very little exercise behind.
Rushing the eccentric
Dropping the bar back down wastes the part of the rep the tissue tolerates best. Take three seconds.
Expecting it to fix elbow pain
Extensor training is worth doing for balance and tolerance, but treating it as a cure for elbow pain sets you up for disappointment.

What the barbell reverse wrist curl actually trains
A barbell reverse wrist curl is a forearm isolation exercise in which you rest your forearms on your thighs with an overhand grip and extend your wrists upwards against the weight of the bar.
The work is done by the extensor carpi radialis longus and brevis, the extensor carpi ulnaris and the extensor digitorum, with the brachioradialis contributing because it crosses the elbow rather than the wrist. These are small muscles with a short range, and they are the ones almost nobody trains.
That is the honest case for the exercise. Nearly everything else in a training week loads the flexor side of the forearm. Every row, every chin-up, every deadlift, every carry and every curl asks you to close your hand around a handle and hold on. Very little asks the back of the forearm to do anything at all.
Over a few years that produces a real imbalance in how the two sides of the forearm are loaded.
Be careful about what that means. Extensor training is worth doing to balance a flexor biased week and to build tolerance in tissue that gets very little direct work. It is not a cure for elbow pain, and anyone selling it as one is overreaching.
Marcolin and colleagues found that forearm and grip position change which elbow flexor does the work during curling, which is the same principle at work here: turning the hand over shifts the load onto muscles that a supinated grip barely touches.
Setting up and executing
Sit on a bench with your feet flat and slightly wider than your hips. Take a light barbell with an overhand grip, hands roughly shoulder width.
Rest your forearms flat along your thighs and slide forward until your wrists hang just past your knees. The forearms are the anchor. They stay pressed down and completely still for the whole set.
Let the wrists drop as far as they comfortably go. This is the start position, not a neutral wrist.
Extend the wrists upwards as far as the joint allows, leading with the back of the hand. Pause for a beat at the top with the knuckles high.
Lower over about three seconds back into the stretched position, then repeat without bouncing.
Stop the set when the range visibly shortens, not when the bar stops moving entirely. On a movement this small, a shortened rep is not really a rep.
The mistakes that cost you the most
Loading it like a curl is the mistake that ruins this exercise for most people. The extensors are dramatically weaker than the flexors, and a weight that feels reasonable for wrist curls will be around double what you can control here. Start with an empty light bar.
Lifting the forearms is the compensation that follows. When the weight is too heavy the elbows rise, the shoulders join in and the wrists barely move. If the forearms leave the thighs, the set is over.
Cutting the bottom off is the range error. Starting from a neutral wrist removes the stretched half of a range that was already short. Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, and on an exercise with perhaps sixty degrees of travel there is nothing spare to give away.
Rushing the eccentric wastes the half of the rep that this tissue handles best. Three seconds down, every rep.
Expecting it to fix elbow pain is the expectation error. It may help you tolerate load better over months, but it is not a treatment, and anything that genuinely hurts is a conversation for a clinician.
Sets, reps and rest by goal
Light, controlled, high rep. There is no version of this exercise that benefits from heavy weight.
For muscle gain, three sets of fifteen to twenty with a minute of rest. For strength, three sets of twelve to fifteen with ninety seconds, though wrist extension strength is not a goal many people genuinely need. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.
Progression is measured in the smallest increments your gym allows. Half a kilo here is a meaningful jump, so add reps first and weight rarely.
Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth. If you want forearms to change visibly, a token set at the end of one session a week will not do it. Six to nine hard sets across a week is a realistic target.
Refalo and colleagues found that stopping a rep or two short of failure produces comparable growth to going all the way, which is useful on a movement where the last few reps degrade into shrugging the whole arm upwards.
Roig and colleagues found eccentric training produced greater strength gains than concentric work, which is the argument for the slow return.
Where it fits in your split
At the very end of a session, after everything that matters.
On push, pull and legs it belongs at the end of pull day, after the arm work. On a bro split it goes last on arm day, usually paired straight with wrist curls. On an upper and lower split it can be tacked onto either upper session. On a full body programme it is one of the first things to cut when time runs short.
Be honest about the priority. Direct forearm work is optional for most people, and heavy pulling, carries and curls already load the forearms hard enough that many lifters develop respectable forearms without ever doing a wrist curl.
Where extensor work earns its place is as the counterweight to all of that. If you do a lot of gripping, this is the one small movement that trains the other side of the joint, and it costs about four minutes a week.
Pair it with wrist curls in the same superset. The two exercises use opposing muscles, so no rest is needed between them.
Two or three times a week is fine. These muscles recover quickly and rarely get sore.
Variations worth knowing
The dumbbell reverse wrist curl works one hand at a time, which stops the stronger side quietly carrying the weaker one and lets each wrist find its own comfortable line.
The cable reverse wrist curl uses a low pulley for constant tension, so there is no dead spot at the bottom and the stretched position stays loaded.
A bench supported version, with the forearms flat on a bench rather than your thighs, removes any chance of leg assistance.
The reverse curl is the compound cousin. It bends the elbow with an overhand grip and loads the brachioradialis and the extensors together under far more weight than a wrist curl allows, which makes it the better choice if you only have room for one overhand forearm movement.
Band wrist extension, with an elastic ring around the fingers, needs no equipment at all.
And the wrist roller trains extension and flexion in one long, unpleasant set.
What the evidence says
Marcolin and colleagues compared muscle activity across curl variants and found that grip and forearm position determine which muscles take the load, supporting the idea that pronating the hand changes the exercise substantially rather than slightly.
Lehman examined grip width and forearm pronation and supination during pressing and found measurable shifts in upper body muscle activity, reinforcing the same point from a different direction.
Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full drop into wrist flexion before each rep.
Schoenfeld and Grgic reviewed range of motion and muscle development and reached broadly the same conclusion, with longer ranges generally favoured.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the argument for treating forearm work as real training volume rather than an afterthought.
Refalo and colleagues found stopping short of failure produced comparable growth to training to failure, which suits a movement where the final reps turn into whole arm heaving.
Roig and colleagues found eccentric training produced greater strength gains than concentric training, supporting the deliberate three second lowering.
Common questions
How is this different from the dumbbell reverse wrist curl?
Barely at all. The barbell version locks your hands into one spacing and lets both sides work together, which is quicker; the dumbbell version treats each wrist separately and exposes side to side differences. Pick whichever is nearer to hand and do not agonise over it.
Will this fix or prevent tennis elbow?
It might help you tolerate load better over months, and building capacity in neglected tissue is generally sensible. It is not a treatment, and framing it as one is the sort of overclaim that fitness content makes constantly. Persistent elbow pain deserves a clinician, not a heavier bar.
How much weight should I use?
Far less than you expect. An empty light bar is a genuine starting point for most people, and staying there for several weeks is normal. If the forearms lift off your thighs at any point, the weight is wrong.
Do I need direct forearm work at all?
Most people do not. Rows, chin-ups, deadlifts, carries and curls load the forearms hard, and plenty of lifters build good forearms without a single wrist curl.
Should I do reverse wrist curls or normal wrist curls?
Both, in the same superset. They train opposing muscles, so no rest is needed between them and the pair takes only a few minutes. If you genuinely have to choose one, the extensors are the more neglected side.
