How to perform it

With your forearms resting on your thighs and an underhand grip on a barbell, curl your wrists upwards, then lower until the bar rolls to your fingertips.

  1. Sit on a bench with your feet flat and slightly wider than your hips.
  2. Take a light barbell with an underhand grip at about shoulder width.
  3. Rest your forearms flat along your thighs, palms facing up.
  4. Slide forward so the wrists hang just past the knees.
  5. Let the wrists extend fully and allow the bar to roll down to the fingertips.
  6. Close the fingers to draw the bar back into the palm.
  7. Curl the wrists upwards as far as the joint allows.
  8. Pause for a beat at the top.
  9. Lower over about three seconds back to the fingertips.
  10. Keep the forearms pressed into the thighs throughout.

Common mistakes

Far too much weight

A short range and a strong looking muscle group invite silly loading. The wrists take the strain long before the forearms are trained.

Skipping the fingertip roll

Letting the bar roll to the fingers adds the finger flexors and roughly doubles a very short range.

Lifting the elbows

If the forearms come off the thighs, the biceps and shoulders are doing the lifting and the set is finished.

Bouncing at the bottom

A rebound out of the stretch removes the only genuinely hard part of the movement.

Treating grip work as a health intervention

Grip strength tracks with general health in population data, but training your wrists is not a longevity strategy.

What the barbell wrist curl actually trains

A barbell wrist curl is a forearm isolation exercise in which you rest your forearms on your thighs, palms up, and curl your wrists towards you against the weight of the bar.

The flexor carpi radialis and flexor carpi ulnaris flex the wrist, while the flexor digitorum superficialis and profundus close the fingers when you let the bar roll down and draw it back in. That second part is the half of the exercise most people leave out.

Before selling you on it, the honest framing. Direct forearm flexor work is optional for most trainees. Heavy pulling, carrying and curling already load these muscles hard, because every one of those movements requires you to hold onto something that is trying to leave your hand. Plenty of people build strong, thick forearms without ever performing a wrist curl.

Where it earns a place is when your grip is the limiting factor on your pulling, when your forearms are a specific aesthetic priority, or when you simply enjoy them. Those are all fine reasons. Necessity is not one.

The other thing worth saying plainly: grip strength as a health marker is one of the most badly overstated claims in fitness content. It correlates with general health in large population studies because it is a convenient proxy for overall muscularity and function in ageing adults. Training your wrist flexors does not turn that correlation into a benefit.

Setting up and executing

Sit on a bench with your feet flat and slightly wider than your hips. Take a light barbell with an underhand grip at roughly shoulder width.

Rest your forearms flat along your thighs with the palms facing up, and slide forward until the wrists hang just past the knees.

Let the wrists extend fully and allow the bar to roll down to your fingertips. That roll is not a loss of control, it is a deliberate part of the range.

Close the fingers to draw the bar back into the palm, then curl the wrists upwards as far as the joint allows. Pause for a beat at the top.

Lower over about three seconds, back through the wrist and out to the fingertips again.

The forearms stay pressed into the thighs for every rep. The moment they lift, the exercise has become something else and the set is over.

The mistakes that cost you the most

Far too much weight is the defining error. The range is tiny, the position feels strong, and the temptation to load a wrist curl like a row is enormous. What happens is that the wrist joint takes the strain, the forearms lift, and the muscles you were trying to train do very little. Light is not a compromise here; light is the exercise.

Skipping the fingertip roll throws away roughly half the available range and all of the finger flexor involvement. Pedrosa and colleagues found training at longer muscle lengths produced favourable hypertrophy outcomes, and rolling to the fingertips is exactly how you reach a longer length in this movement.

Lifting the elbows is the compensation the weight forces on you. Forearms flat, or stop.

Bouncing at the bottom removes the only genuinely hard part of a very short movement, which leaves you doing almost nothing at all.

And treating grip work as a health intervention is a thinking error rather than a technique one. The population data on grip strength is a correlation with general robustness, not evidence that wrist curls do anything for your lifespan.

Sets, reps and rest by goal

Light, controlled and high rep. This is the honest recommendation and there is not really a second option.

For muscle gain, three sets of fifteen to twenty with a minute of rest. For strength, three sets of ten to fifteen with ninety seconds. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.

Progress in the smallest increments available. A kilo added to a wrist curl is a large relative jump, so add reps first, and add weight only when the top of the rep range is comfortable on every set with a full fingertip roll.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. If forearms are actually a priority for you, that means six to nine hard sets across the week, not one token set on a Friday.

Refalo and colleagues found stopping a rep or two short of failure produced comparable growth to going to failure, and here the last few reps before failure are usually the ones where the range collapses and the elbows start to rise. Stop when the range shortens.

Schoenfeld and colleagues also found eccentric and concentric actions produce broadly similar hypertrophy, so the slow lowering is about control and range rather than a magic stimulus.

Where it fits in your split

Last, after everything that matters more.

On push, pull and legs it goes at the end of pull day, after the biceps work. On a bro split it closes arm day. On an upper and lower split it can be added to either upper session. On a full body programme it is the first thing to drop when time runs out, and dropping it costs you very little.

Superset it with reverse wrist curls. The two movements train opposing muscles, so no rest is needed between them, and the pair takes about four minutes total. Doing only the flexor half compounds an imbalance that most training weeks already have.

Two or three times a week is reasonable. These are small muscles that recover fast and are used constantly, so frequency is easy to tolerate.

One more piece of perspective. If your grip fails on rows and deadlifts, wrist curls are not the fix. Heavy carries, dead hangs and not using straps for every working set will do more, because those train the thing that actually fails.

Variations worth knowing

The dumbbell wrist curl works one hand at a time and lets each wrist move through its own comfortable range, which is worth it if a straight bar bothers one side.

The cable wrist curl uses a low pulley for constant tension, so the bottom of the range stays loaded rather than going slack.

The behind the back barbell wrist curl is done standing with the bar behind your hips, which changes the line of pull and suits some wrists considerably better than the seated version.

A bench supported wrist curl, forearms flat on a bench, makes it physically impossible to help with your legs and keeps the position honest.

The farmer's carry is the variation that most people should actually be doing. Walking with heavy weights trains grip endurance under real load and carries over to pulling in a way a wrist curl does not.

And the dead hang loads the fingers and flexors with your entire bodyweight, needs nothing but a bar, and is a better test of grip than any isolation movement.

What the evidence says

Marcolin and colleagues compared muscle activity across curl variations and found that grip and forearm position determine which muscles do the work, which supports treating supinated and pronated forearm training as genuinely different exercises rather than mirror images.

Lehman examined grip width and forearm rotation during pressing and found measurable changes in upper body muscle activity, reinforcing that hand and wrist position meaningfully redistributes load.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range work, which on a movement with this little travel means the fingertip roll is not optional.

Pedrosa and colleagues found training at longer muscle lengths produced favourable hypertrophy outcomes, again supporting the deliberate stretch at the bottom of each rep.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which sets the expectation that meaningful forearm change requires meaningful volume.

Refalo and colleagues found training close to but short of failure produced comparable hypertrophy to training to failure, which fits a movement where the reps nearest failure are also the worst reps.

Schoenfeld and colleagues, in a separate review, found eccentric and concentric actions produce broadly similar growth, so the controlled lowering here is about keeping the range honest rather than about a superior stimulus.

Common questions

How is this different from the cable wrist curl?

Very little separates them. The cable keeps tension on at the bottom where a barbell goes slack, which is a genuine but small advantage. The barbell is quicker to set up and easier to load in tiny increments. Use whichever your gym makes easy and do not treat the choice as important.

Should I let the bar roll to my fingertips?

Yes. It adds the finger flexors and roughly doubles a range that is short to begin with. Without it you are training about thirty degrees of wrist movement, which is not much of an exercise.

Does grip training make me healthier?

No, and the claim is one of the most overstated in fitness content. Grip strength correlates with health outcomes in older populations because it is a cheap proxy for overall muscle and function. Improving your wrist curl does not import those outcomes.

Do I even need wrist curls?

Probably not. Rows, chin-ups, deadlifts, curls and carries already load the forearm flexors heavily. Add wrist curls if forearms are a specific priority or a visible weak point, and skip them without guilt otherwise.

Why does my wrist hurt on these?

Almost always weight. The range is short and the position feels strong, so people load them far beyond what the joint tolerates. Halve the weight, add reps, and keep the forearms flat on your thighs the whole time.
