How to perform it

With your forearms resting on your thighs and dumbbells held overhand, extend your wrists upwards, then lower with control.

  1. Sit on a bench with your feet flat and slightly wider than your hips.
  2. Take a light dumbbell in each hand with an overhand grip.
  3. Rest your forearms flat along your thighs, palms facing down.
  4. Slide forward so the wrists hang just past the knees.
  5. Let both hands drop as far as they comfortably go.
  6. Press the forearms into the thighs to lock them in place.
  7. Extend the wrists upwards, leading with the knuckles.
  8. Pause for a beat at the top.
  9. Lower over about three seconds back to the full stretch.
  10. Keep both wrists moving through the same range until the set ends.

Common mistakes

Weight chosen by feel

The extensors handle roughly half what the flexors handle. Picking the same dumbbells you use for wrist curls guarantees a bad set.

Elbows drifting upwards

If the forearms lift off the thighs, the shoulders are lifting the weight and the wrists are along for the ride.

Stopping at neutral

Finishing each rep with the hand level rather than the knuckles high removes the top half of the contraction.

Letting one side lag

With two dumbbells it is easy for the weaker wrist to move less. Match the range on both sides or work one at a time.

Expecting a cure for tennis elbow

Extensor training builds tolerance in tissue that gets little direct load. It is not a treatment for an existing problem.

What the reverse wrist curl actually trains

A reverse wrist curl is a forearm isolation exercise in which you rest your forearms on your thighs with dumbbells held overhand and extend your wrists upwards against the load.

The extensor carpi radialis longus and brevis, the extensor carpi ulnaris and the extensor digitorum do the lifting, with the brachioradialis contributing because of its position at the elbow. Together they make up the back of the forearm, and they are the part of the arm that receives almost no direct load in a normal training week.

That imbalance is the whole justification for the exercise. Rows, chin-ups, deadlifts, carries and curls all require you to grip, which loads the flexors relentlessly. Nothing in that list asks the extensors to do anything except stabilise.

Reverse wrist curls are the cheapest correction available. Two light dumbbells, four minutes, done.

Now the honest limits. Extensor work is frequently sold as a fix for tennis elbow, and that claim runs well ahead of what anyone can promise. Building capacity in tissue that normally gets none may improve how much load your elbow tolerates. It is not a treatment, and persistent elbow pain is a matter for a clinician rather than a dumbbell.

Marcolin and colleagues found that grip and forearm position determine which muscles do the work in curling movements, which is exactly why turning your palms down produces a genuinely different exercise rather than a mirror image of the wrist curl.

Setting up and executing

Sit on a bench with your feet flat and slightly wider than your hips. Take a light dumbbell in each hand with an overhand grip.

Rest your forearms flat along your thighs, palms facing down, and slide forward until the wrists hang just past your knees.

Let both hands drop as far as they comfortably go. That hanging position is the start of every rep.

Press the forearms into the thighs to lock them in place. This is the detail that decides whether the exercise works.

Extend the wrists upwards, leading with the knuckles, until the joint runs out of range. Pause for a beat at the top with the hands high.

Lower over about three seconds back into the stretch, without letting the dumbbells simply fall.

Watch both sides. With two independent weights it is easy for one wrist to quietly do less than the other, and you will not notice unless you look.

The mistakes that cost you the most

Weight chosen by feel is the first error and the most common. The extensors handle roughly half of what the flexors handle, so picking up the same dumbbells you use for wrist curls produces a set of partial reps and a sore wrist. Choose deliberately, start absurdly light, and be prepared to stay there.

Elbows drifting upwards is what happens when the load is wrong. Once the forearms leave the thighs, the shoulders are lifting the dumbbells and the wrists are along for the ride. Forearms flat, or the set is over.

Stopping at neutral halves an already short movement. The knuckles should finish clearly above the line of the forearm. Vigotsky and colleagues have written about the care needed when interpreting muscle activity measurements, so rather than chasing what a study might say about peak activation, the simple instruction stands: finish the rep.

Letting one side lag is the specific risk of using two dumbbells. Match the range on both sides, or work one arm at a time and use your free hand to hold the forearm still.

And expecting a cure for elbow pain is an expectation problem rather than a technique one. Do it for balance and tolerance, not as therapy.

Sets, reps and rest by goal

Light, controlled, high rep. There is no serious argument for anything else.

For muscle gain, three sets of fifteen to twenty with a minute of rest. For strength, three sets of twelve to fifteen with ninety seconds. In a fat loss phase, two sets of fifteen to twenty five with forty five seconds.

Progression is slow because dumbbell increments are enormous relative to the load. Going from two kilos to four is a doubling. Add reps until you can complete the top of the range on every set, then take the next dumbbell up and accept that reps will drop sharply.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and forearms are no exception. If you want the back of the forearm to change, that means several hard sets across the week rather than one apologetic set at the end of a session.

Refalo and colleagues found stopping a rep or two short of failure produced comparable growth to training to failure. On this movement the useful stopping rule is the range: when the hands stop reaching the same height, the set has finished whether or not you can still move them.

Two or three sessions a week is easy to recover from.

Where it fits in your split

At the very end of a session, and only after everything that matters is done.

On push, pull and legs it goes last on pull day. On a bro split it closes arm day. On an upper and lower split it can be tacked onto either upper session. On a full body programme it belongs in the category of things you do when you happen to have time.

Superset it with wrist curls. The two exercises train opposing muscle groups, so no rest is needed between them. Doing the flexor half alone makes the imbalance worse, which is the opposite of the point.

If you are going to prioritise one, prioritise this one. The flexors are already getting hammered by everything else you do. The extensors are not.

Keep the ambition realistic. Direct forearm work is a small accessory and should never take time away from pulling and pressing volume.

Variations worth knowing

The barbell reverse wrist curl puts both hands on one bar, which is faster and slightly easier to load in small increments, at the cost of letting the stronger side help.

A single arm version, holding one dumbbell while your free hand pins the working forearm to your thigh, is the most controlled option if one wrist is clearly weaker.

The cable reverse wrist curl uses a low pulley for constant tension, so the bottom of the range stays loaded.

A bench supported version, forearms flat on a bench, makes any leg or torso assistance impossible.

The reverse curl is the heavier compound alternative, bending the elbow with an overhand grip to load the brachioradialis and the extensors together, and it is the better pick if you only have room for one overhand forearm exercise.

And band wrist extension, with an elastic ring around the fingers, requires nothing at all.

What the evidence says

Marcolin and colleagues compared muscle activity across curl variations and found that grip and forearm position determine which muscles take the load, supporting the claim that pronated forearm training reaches muscles a supinated grip barely touches.

Lehman examined grip width and forearm pronation and supination during pressing and found measurable changes in upper body muscle activity, which is the same principle observed in a different movement.

Vigotsky and colleagues cautioned that surface electromyography amplitudes are frequently over interpreted in sport and rehabilitation research, which is worth remembering whenever an exercise is sold on the strength of an activation figure alone, including forearm exercises.

Pallarés and colleagues found full range training produced better strength and hypertrophy outcomes than partial range training, supporting the full drop at the bottom and the full finish at the top.

Schoenfeld and Grgic reviewed range of motion and muscle development and reached a broadly similar conclusion, with longer ranges generally favoured.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which sets the volume expectation for anyone who genuinely wants their forearms to change.

Refalo and colleagues found stopping short of failure produced comparable hypertrophy to training to failure, which fits a movement where the final reps are usually the worst ones.

Common questions

How is this different from the barbell reverse wrist curl?

Almost not at all. Dumbbells let each wrist move independently and expose side to side differences; a barbell is quicker and lets both hands share the load. The muscles trained, the range and the loading are otherwise identical. Use whichever is free.

And how does it differ from wrist extension?

The two are the same movement with a different support. Reverse wrist curls use your thighs as the platform, wrist extensions typically use a bench or table edge. The bench version is slightly stricter because your legs cannot help; that is the entire difference.

Will it prevent tennis elbow?

It may improve how much load the tissue tolerates over months, which is a sensible thing to pursue. It is not a treatment and should not be sold as one. If your elbow already hurts, get it looked at rather than adding sets.

How much weight should I use?

Roughly half what you use for wrist curls, and probably less than that to begin with. Two to four kilos per hand is a genuine starting point for many people. If the forearms lift off your thighs, it is too heavy.

Are forearm exercises necessary?

For most people, no. Gripping, pulling and carrying already train the flexors hard, and forearms grow reasonably well as a by-product. The extensor side is the one exception worth a few deliberate sets, because nothing else in your week trains it.
