How to perform it

Hang from a bar with an underhand grip and pull yourself up until your chin clears the bar, then lower to a full hang.

  1. Take an underhand grip on the bar with your hands roughly shoulder width apart.
  2. Hang with your arms straight and your feet clear of the floor.
  3. Cross your ankles or bend your knees, whichever keeps your body still.
  4. Squeeze your glutes and brace your abs so you do not swing.
  5. Begin the rep by pulling your shoulder blades down and back before your elbows bend.
  6. Pull yourself up by driving your elbows down towards your ribs.
  7. Keep your chest up and your ribs down rather than leaning far back.
  8. Continue until your chin clears the bar.
  9. Pause briefly at the top without shrugging your shoulders towards your ears.
  10. Lower under control over about two seconds until your arms are fully straight, then repeat.

Common mistakes

Half reps at the bottom

Stopping with the elbows bent at the bottom avoids the hardest part of the movement and the position where the lats are longest. Straighten the arms completely on every rep.

Kipping

Swinging the legs to generate momentum turns a strength exercise into a coordination drill. If you cannot do strict reps, use assistance rather than momentum.

Starting with the arms

Bending the elbows before the shoulder blades move gives the movement to the biceps. Pull the shoulder blades down first and the back does more of the work.

Craning the neck over the bar

Pushing the chin forward to clear the bar without actually pulling higher is a rep you did not do. Let the chest come to the bar rather than the head.

Only ever training at body weight

Once you can do twelve or more strict reps, adding weight with a belt or a dumbbell between the feet is how chin-ups keep building strength. Endless bodyweight sets stop progressing.

Variations and swaps

Pull-up

Overhand grip, hands wider. Less biceps involvement, harder, and slightly more emphasis on the upper back.

Neutral-grip chin-up

Palms facing each other on parallel handles. Usually the most comfortable version for elbows and shoulders.

Assisted chin-up

Bands or an assist machine. The correct way to train the movement before you can do full reps.

Negative chin-up

Jumping to the top and lowering as slowly as possible. The single best way to build up to a first rep.

Weighted chin-up

A belt with plates or a dumbbell between the feet. The progression once bodyweight sets get easy.

Lat pulldown

The machine version, with adjustable load in both directions. The obvious substitute when full chin-ups are still out of reach.

What chin-ups actually train

The latissimus dorsi does the bulk of the work, pulling the upper arm down and towards the body. The biceps flex the elbow and contribute substantially, more than in a pull-up. The lower trapezius, rhomboids and teres major all work at the shoulder blade, and the trunk works to stop you swinging.

The grip is what separates the chin-up from the pull-up. Youdas and colleagues compared pull-up and chin-up variations and found differing activation patterns between them, with the underhand grip involving the elbow flexors more. Dickie and colleagues examined grip width and orientation and found the same broad picture: the movement is a lat exercise in every version, and the grip changes what helps.

That extra biceps contribution is why most people can do more chin-ups than pull-ups, often several more. It is not cheating. It is a different exercise with a slightly different distribution of work, and for most people it is the more productive of the two because you can do more reps and add load sooner.

Setting up and pulling

Underhand grip, hands about shoulder width. Hang with straight arms, feet clear of the floor, ankles crossed or knees bent so you stay still.

Squeeze the glutes and brace the abs. A tight body does not swing, and swinging is what turns strict reps into kipping ones.

Start the pull by drawing the shoulder blades down and back before the elbows bend. Then pull by driving the elbows down towards your ribs. Chest up, ribs down, no big backward lean.

Chin clears the bar. Pause briefly without shrugging. Lower over about two seconds until the arms are completely straight.

Full hang at the bottom on every rep. That is the position where the lats are longest and it is the one people skip first.

The mistakes that cost you the most

Half reps at the bottom are almost universal, and they remove the hardest and most useful part of the range. Pallares and colleagues found longer ranges of motion produced at least as good adaptations as shorter ones, and here the extra range is free: just straighten your arms.

Kipping generates the rep with a leg swing. There is a place for it in a specific sport, but it is not a substitute for strength, and if you cannot do strict reps the answer is assistance.

Starting the pull with the elbows hands the movement to the biceps, which are already contributing more here than in any other pulling exercise.

Craning the neck over the bar is a rep you did not do.

And the programming one: staying at body weight forever. Once you can do twelve strict reps, chin-ups become a strength exercise with a belt on.

How to programme chin-ups

Three to four sets of six to twelve for hypertrophy, with two minutes of rest. Four to five sets of three to six weighted for strength, with three minutes.

If you cannot do a chin-up yet, the progression that works is negatives. Jump or step to the top position, then lower as slowly as you can, aiming for five seconds. Three sets of three to five negatives, twice a week, builds a first rep faster than anything else, because Roig and colleagues and others have shown eccentric training builds strength effectively and you are far stronger lowering than lifting.

Band assistance and the assist machine also work, and are easier to do consistently. Lat pulldowns build the pattern with adjustable load, but they will not substitute entirely for hanging from a bar.

Once you can do reps, add weight rather than adding more sets of twenty. Weekly volume matters, and Schoenfeld and colleagues found the dose-response relationship between weekly sets and hypertrophy, but chin-ups get fatiguing fast and the total is better spread across pulldowns and rows than piled onto the bar.

Doma and colleagues examined chin-up performance and found technique and load conditions affect it meaningfully, which is another way of saying that consistency in how you do them matters if you want your numbers to mean anything from week to week.

Where chin-ups sit in your week

First on pull day, while you are fresh, because a bodyweight exercise gets disproportionately harder when you are tired. On an upper/lower split they take the vertical pull slot. On full body training they are one of the best exercises available and worth prioritising.

Pair them with a horizontal row. Vertical and horizontal pulling load the back differently and a session with both covers it far better than two variations of the same pattern.

Two or three times a week is manageable for most people once they can do a reasonable number of reps, particularly if one of those sessions is lighter.

Variations and swaps

Neutral grip, palms facing each other, is usually the most comfortable version for elbows and shoulders and is a good default if either bothers you.

The pull-up is the harder overhand version. It is not better, just different: less biceps, slightly more upper back, fewer reps.

Weighted chin-ups are where the exercise goes long term. A dip belt with a plate is the simplest way, a dumbbell held between the feet works if you have nothing else.

Lat pulldowns remain the practical substitute for anyone still building up, and they let you train the pattern with real load in a rep range you choose.

What the evidence does and does not say

It says grip and hand orientation change which muscles contribute to a pull-up variation, with the underhand version involving the elbow flexors more. It says longer ranges are at least as good as shorter ones, which is a straightforward argument for the full dead hang.

It does not say chin-ups build a wider back than pulldowns or rows. Most of that comparison rests on electromyography, and Vigotsky and colleagues have argued clearly that EMG amplitude describes electrical activity in the moment rather than predicting growth over months.

What chin-ups have that machines do not is a very high bar for cheating: either you pull your whole body up or you do not. That accountability, plus the fact that they need nothing but a bar, is why they survive in almost every programme ever written.

Chin-ups: common questions

What is the difference between chin-ups and pull-ups?

Grip. Chin-ups use an underhand grip and involve the biceps more, which is why most people can do several more of them. Pull-ups use an overhand grip and are harder. Both are lat exercises and both are worth doing.

How do I do my first chin-up?

Negatives. Jump or step to the top position and lower yourself as slowly as you can, aiming for five seconds. Three sets of three to five, twice a week. Band assistance and lat pulldowns help alongside them.

Should I go all the way down?

Yes. Straighten your arms completely on every rep. The bottom of the range is the hardest part and the position where the lats are longest, which is exactly why it is the part people skip.

How many chin-ups should I be able to do?

There is no universal standard, and body weight affects it enormously. A more useful marker: once you can do twelve strict reps, start adding weight rather than chasing higher rep counts.

Is it bad if I swing a little?

A small amount at the end of a hard set is normal. Deliberately kipping to generate reps is a different exercise, and if that is the only way you can complete the set, use assistance instead.
