How to perform it
Step forward into a lunge and rotate your torso towards the front leg at the bottom, then rotate back and step through into the next lunge.
- Stand tall with the feet hip width apart.
- Hold a light plate or medicine ball at chest height, or leave the hands free.
- Step forward into a long stride.
- Lower until the rear knee is close to the floor.
- Pause at the bottom with the front shin roughly vertical.
- Keep the hips square and facing forward.
- Rotate the ribcage and shoulders towards the front leg.
- Rotate slowly back to centre.
- Drive through the front foot and step the rear leg through.
- Repeat on the other side, alternating for the whole set.

Common mistakes
Swinging the arms instead of rotating
Throwing a plate around gives momentum, not core work. The rotation comes from the ribcage.
Letting the hips rotate too
If the pelvis turns with the shoulders nothing is being resisted or trained.
Twisting before the lunge is finished
Rotating on the way down turns a controlled position into a wobble. Reach the bottom first.
Loading it too heavily
Heavy weight in a rotated split stance limits both the leg and the rotation. Keep it light.
Expecting it to do two jobs at once
It is a mediocre leg exercise and a mediocre core exercise. Programme it knowing that.

What the walking lunge with twist actually trains
A walking lunge with twist is a walking lunge in which you rotate your torso towards the front leg at the bottom of each step before rotating back and continuing.
Two things are happening at once. The lunge trains the front leg, with the quadriceps extending the knee, gluteus maximus and adductor magnus extending the hip, and the hamstrings and calf controlling the position. The twist trains the obliques, mainly the external oblique on one side and the internal oblique on the other, along with the deep rotators of the spine and the erector spinae working to keep you upright.
In practice the combination dilutes both jobs, and it is worth being honest about that.
The lunge suffers because you cannot hold much weight. A walking lunge with heavy dumbbells is a genuinely good leg exercise. Add a rotation and the load has to come down to something you can control while turning, which is usually a light plate or nothing at all. Stastny and colleagues showed that load position alters muscle activity in walking lunges, and the load position that lets you rotate is not the one that loads the legs best.
The twist suffers because the core work is unloaded and brief. Rotating your ribcage with a light plate at the bottom of a lunge produces a small amount of oblique work for a second per rep. A cable woodchop or a landmine rotation gives you constant tension and a load you can actually progress.
So what is it for? It is for movement quality, warm ups, and sessions where time is the binding constraint. Those are legitimate uses. It is not a replacement for either a loaded lunge or dedicated rotational work.
Setting up and executing
Stand tall with the feet hip width apart. Hold a light plate or medicine ball at chest height, or leave the hands free while you learn the pattern.
Step forward into a long stride and lower until the rear knee is close to the floor.
Pause at the bottom with the front shin roughly vertical and the hips square, facing forward. That squareness is the whole exercise. If the pelvis turns with the shoulders, nothing is being trained.
Rotate the ribcage and shoulders towards the front leg, slowly, then rotate back to centre with the same control.
Drive through the front foot, step the rear leg through into the next stride, and repeat on the other side.
The mistakes that cost you the most
Swinging the arms instead of rotating is the fault that empties the exercise. If you throw a plate across your body, momentum does the work and your obliques do almost nothing. The rotation has to come from the ribcage turning on the pelvis, slowly, under control.
Twisting before the lunge is finished turns a controlled position into a balance scramble. Reach the bottom, stabilise, then rotate.
Loading it too heavily limits both jobs at once. Heavy weight in a split stance while rotating is not a strength exercise, it is a compromise. McGill's work on core training emphasises stability and control under load rather than adding rotational load to positions that are already asking a lot, and this is a case where that applies directly.
Expecting it to do two jobs at once is the underlying mistake. It is a fair leg exercise and a fair core exercise, which is not the same as being good at either.
Sets, reps and rest by goal
Programme it as accessory work rather than as a main lift.
For muscle gain, three sets of ten to twelve total steps with ninety seconds rest. For strength, three sets of eight to ten with two minutes, though strength is not really what this movement offers. In a fat loss phase, three sets of sixteen to twenty with a minute.
Keep the load light. A five to ten kilogram plate is plenty for most people, and bodyweight is a perfectly reasonable place to stay. The moment the weight forces you to swing the rotation, it is too heavy.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is a reminder that if leg size is the goal, these sets are not doing much of that job and something else in the session needs to.
Refalo and colleagues found training close to failure produces comparable growth to reaching it, and on a movement this technical, the reps near failure are the ones where the hips start turning and the value disappears.
Where it fits in your split
At the end of a lower body session, or in a warm up.
On push, pull and legs it goes on legs day after the main work. On a bro split it is a finisher on leg day or abs day. On an upper and lower split it comes after the main lifts in the lower session. On a full body programme it is time efficient as either a warm up or a finisher. On a bodyweight programme it is a good legs and core option requiring nothing at all.
The clearest case for it is a warm up. A few sets of slow walking lunges with a twist takes the hips through a long range, gets the trunk rotating, and prepares you for squatting or deadlifting better than a stationary stretch does.
The case against is straightforward. If you have the time, a set of loaded walking lunges and a set of cable woodchops will do more for both qualities than any number of combined reps. The trade is worth making when time is genuinely short, and not otherwise.
Variations worth knowing
Plain walking lunges are the same leg pattern without the rotation, and with dumbbells in your hands they load the legs far better.
The reverse lunge with twist steps backwards rather than forwards, which many people find easier on the front knee and easier to stabilise while rotating.
The cable woodchop is the dedicated rotational exercise, with constant tension throughout the arc and a load you can progress properly.
The Pallof press trains the core to resist rotation rather than produce it, which is arguably the more useful quality for most people and most sports.
And the Bulgarian split squat is the exercise to reach for when the real goal was leg size and the twist was an attempt to make a leg exercise more interesting.
What the evidence says
McGill's work on core training argues for prioritising stability, endurance and control over adding load to rotational positions, which supports keeping this exercise light and deliberate rather than treating it as a place to progress weight.
Stastny and colleagues examined how dumbbell carrying position changes muscle activity during split squats and walking lunges, which shows that where you hold the load meaningfully alters what gets trained, and explains why a plate at the chest is not the position that loads the legs best.
Speirs and colleagues found unilateral squat training produced comparable strength gains to bilateral training with better transfer to single leg tasks, which is the case for the lunge pattern underneath this exercise.
Cholewicki and colleagues measured lumbar spine loads during heavy lifting and described how quickly compressive and shear demands rise, which is the mechanical reason to avoid loading a rotated spine heavily.
Vigotsky and colleagues cautioned against over interpreting surface electromyography amplitudes, which is worth remembering when combination exercises are sold on how many muscles they activate.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and Refalo and colleagues found training close to failure works as well as reaching it, which together explain both why this is accessory work and where to stop each set.
Common questions
Does this train my legs or my core?
Both, and neither particularly well. The lunge is limited by how much weight you can hold while rotating, and the rotation is a brief, unloaded movement at the bottom of each rep. It is a fair general drill. If you want either quality trained properly, do a loaded walking lunge and a cable woodchop separately.
Is the twist worth adding at all?
In a warm up, yes. It takes the hips and the trunk through a useful range and prepares you for the session. In a hypertrophy block, it mostly costs you leg loading for a small amount of oblique work. The trade is worth it when time is short and not worth it when it is not.
How is this different from the walking lunge already in the library?
It is the same leg movement with a torso rotation added at the bottom of each step. The plain walking lunge is the better leg exercise because you can hold heavier dumbbells. This version swaps some of that loading for a rotational core element. Pick the plain version for legs and this one for warm ups or short sessions.
Where should the rotation come from?
The ribcage turning over a stable pelvis. If your hips turn with your shoulders, there is no relative rotation and the obliques are not doing anything. Keep the hips square and facing forward and turn the upper body only.
Should I hold a weight?
A light plate or medicine ball at chest height is fine and helps you feel the rotation. Keep it light enough that you can turn slowly without swinging. If the weight is dictating the speed of the rotation, it is too heavy, and the exercise has stopped training what you wanted.
