How to perform it
Step forward into a lunge until the back knee nears the floor, then drive up and step through into the next lunge.
- Stand tall in an open space with your feet together, holding dumbbells at your sides if you are adding load.
- Brace your abs and set your shoulders back so the torso stays upright.
- Take a controlled step forward, longer than a walking stride.
- Land on the front foot with the whole foot in contact with the floor.
- Lower straight down by bending both knees until the back knee is just above the floor.
- Keep the front shin close to vertical and the front knee tracking over the foot.
- Pause briefly at the bottom without letting the back knee bang down.
- Drive up through the front foot, keeping the torso tall.
- Step through directly into the next lunge with the other leg rather than standing still.
- Continue alternating for the required number of steps, counting each leg separately.

Common mistakes
Steps too short
A short step pushes the front knee far forward and turns the movement into an awkward squat on one leg. Step long enough that the front shin stays close to vertical at the bottom.
Leaning forward
Tipping the torso over the front leg shifts the load to the lower back and makes balance worse. Stay tall and let the legs do the work.
Banging the back knee down
Dropping onto the knee rather than stopping just above the floor is uncomfortable and means you have lost control of the descent. Lower under control and stop short.
Going too heavy too soon
Walking lunges are humbling at body weight. Loading them before you can do twenty controlled steps without wobbling wastes the balance and stability work that makes them valuable.
Counting reps wrong
Twenty steps is ten per leg, not twenty per leg. Miscounting here is the most common way people either massively over-programme or under-programme lunges.

Variations and swaps
Reverse lunge
Stepping backwards instead of forwards. Easier on the front knee and more stable, which makes it the better starting point for most people.
Bulgarian split squat
Back foot elevated, staying in one place. More range at the front leg and a harder exercise per kilogram.
Static split squat
Both feet planted, moving straight up and down. Removes the stepping and lets you focus on the leg.
Walking lunge with a barbell
Bar on the back for more load. Harder to balance and unforgiving if your position breaks down.
Deficit reverse lunge
Stepping back off a small platform for extra range at the front hip.
Step-up
Driving up onto a box with one leg. A similar single-leg demand with a different emphasis at the hip.
What walking lunges actually train
The quadriceps and glutes of the front leg do most of the work, particularly the glute as you drive up out of the bottom. The hamstrings contribute at the hip. The back leg's hip flexors get stretched, which is why lunges feel like a mobility exercise the first few times you do them properly.
The part that separates lunges from a squat is what happens between reps. You are supporting your entire body weight on one leg while moving forwards, which asks the hip abductors and the trunk to keep you level and upright. That demand does not exist in a bilateral squat, and it is the reason lunges expose imbalances that a barbell hides.
Speirs and colleagues compared unilateral and bilateral lower body training and found both improved strength measures, so the choice is not between an effective exercise and an inferior one. Ramirez-Campillo and colleagues studied unilateral versus bilateral jump training and found differences in the specific outcomes each produced. In practice: train both, and use single-leg work for the things two-legged work cannot reach.
Setting up and lunging
Stand tall with your feet together, dumbbells at your sides if you are loading it. Brace, shoulders back.
Step forward, longer than a walking stride. That step length is the single most important variable in the exercise: too short and the knee travels far forward into an uncomfortable position, long enough and the front shin stays close to vertical.
Land with the whole front foot down. Lower straight down by bending both knees until the back knee is just above the floor. Do not bang it down.
Drive up through the front foot and step directly through into the next lunge rather than standing still. That continuous stepping is what makes walking lunges a conditioning exercise as well as a strength one.
The mistakes that cost you the most
Step length, torso angle and control of the descent are three symptoms of the same thing, which is trying to lunge faster or heavier than your balance allows.
Short steps are the most common. They make the movement feel wrong and put the front knee in the position people worry about, then they blame lunges.
Leaning forward shifts work to the lower back and destroys balance. Stay tall.
Loading too early is the mistake that wastes the exercise. If you cannot do twenty controlled bodyweight steps without wobbling, dumbbells will not help you.
And the counting. Twenty steps is ten per leg. Programmes and training partners get this wrong constantly, and the difference between ten per leg and twenty per leg is enormous when your legs are already fatigued.
How to programme walking lunges
Three sets of ten to fifteen per leg with two minutes of rest for hypertrophy. Three to four sets of six to ten per leg for strength, with dumbbells or a barbell. On a cut, higher reps and shorter rest, where the conditioning effect is a bonus.
Count sets per side once towards weekly volume, not twice. Three sets of walking lunges is three sets of leg work, and Schoenfeld and colleagues found weekly sets per muscle related to hypertrophy in a dose-response way, so getting this arithmetic right matters more than it sounds.
Lunges are not a good first exercise on leg day. They are a poor tool for heavy loading, they cause substantial soreness, and they degrade fast when the legs are pre-fatigued. Second or third in the session, after the squat, is the right place.
Expect soreness in the first few weeks that is out of proportion to the load. That is normal for a movement with a large stretched component and it settles quickly, so judge the exercise after a month rather than after the first session.
Dumbbells at your sides are the easiest way to load lunges. A barbell on the back adds more weight but makes balance considerably harder, and a position that breaks down halfway across the gym floor is worse than a lighter set done well.
Where walking lunges sit in your week
After the main squat on lower body day. On push/pull/legs, on upper/lower, on a bro split, the answer does not change.
They are especially valuable in home or minimal-equipment programmes, where they can be a main leg exercise. Body weight, floor space, nothing else required, and they scale by adding dumbbells, adding range or adding reps.
Once a week is plenty for most people. The soreness cost means twice a week rarely works out well alongside everything else.
Variations and swaps
The reverse lunge is the better starting point. Stepping backwards is more stable and easier on the front knee, and everything else about the exercise is the same. If forward lunges bother your knee, this is the first swap.
Bulgarian split squats stay in one place with the back foot elevated. More range at the front leg, harder per kilogram, and no space requirement.
Static split squats remove the stepping entirely, which lets you focus on loading the leg rather than managing balance.
Step-ups take a similar single-leg demand and put more of it at the hip. Deficit reverse lunges add range at the front hip by stepping back off a low platform.
What the evidence does and does not say
It says unilateral training builds strength, and that unilateral and bilateral work produce somewhat different outcomes, which is a reasonable argument for including both rather than picking a side. It says weekly volume drives hypertrophy.
It does not say lunges correct imbalances or prevent injury. They will show you an imbalance, and training a weaker side directly is a sensible response, but the claim that single-leg work is injury prevention goes further than the evidence supports.
It also does not say lunges are better than squats. They are a different tool: less load, more balance, more range at the hip, more soreness, and no need for a rack. Programme them for what they actually offer.
Walking lunges: common questions
How long should my step be?
Long enough that your front shin stays close to vertical at the bottom of the lunge. Short steps push the front knee well forward and are the most common reason lunges feel uncomfortable.
Forward or reverse lunges?
Reverse lunges are more stable and easier on the front knee, which makes them the better starting point. Forward and walking lunges add more balance demand and a stronger conditioning effect once you can control them.
Do ten steps count as ten reps or five per leg?
Five per leg. Count per side, and count the set once towards your weekly volume rather than twice. Getting this wrong is the most common lunge programming error.
Should the back knee touch the floor?
No. Lower until it is just above the floor and stop. Banging it down is uncomfortable and means you have lost control of the descent.
Why am I so sore after lunges?
Because the movement loads the muscle in a stretched position and includes a large eccentric component, which produces more soreness than most exercises at the same load. It settles within a few weeks of doing them regularly.
