Press two plates away from your chest while squeezing them together. A finisher with a genuine purpose, and one that is easy to overrate.

How to perform it

Squeeze two plates together at chest height and press them straight out in front of you.

  1. Take two light plates and hold them flat together between your palms at chest height.
  2. Stand tall with the feet about hip width apart and the abs braced.
  3. Press your palms into the plates hard so they stay pinned together by pressure alone.
  4. Set the shoulder blades down rather than letting the shoulders shrug forward.
  5. Press the plates straight out in front of your chest until the arms are extended.
  6. Keep squeezing inward the whole time, since the squeeze is the exercise.
  7. Pause at full extension for a beat with the chest contracted.
  8. Draw the plates back towards your chest under control.
  9. Do not relax the inward pressure as they return.
  10. Repeat without letting the torso lean back or the plates drift upward.

Common mistakes

Not squeezing hard enough

If the plates are held by your fingers rather than pinned by palm pressure, the chest is barely working. The squeeze is the whole exercise.

Pressing upward

Letting the plates drift up towards eye level turns it into a front raise and moves the work to the shoulders. Press straight out from the chest.

Leaning back

Arching backwards to help the plates out loads the lower back for no benefit. Stand tall and braced.

Using too much weight

Heavy plates cannot be squeezed properly and will slip. Two small plates squeezed hard beat one large plate held loosely.

Treating it as a main exercise

It cannot be loaded enough to build much on its own. It is a finisher and a warm-up, not a substitute for pressing.

The proper isolation alternative, with far better loading potential.

What the Svend press actually trains

The Svend press is a chest exercise built on an isometric squeeze. You hold two plates flat together between your palms at chest height, press them straight out in front of you, and bring them back, squeezing inward the entire time.

The squeeze is what does the work. Pressing your palms towards each other is horizontal adduction, which is the pectoralis major's primary job, and holding that pressure keeps the chest contracted throughout the movement. The pressing motion adds a small amount of shoulder flexion and elbow extension on top.

If you do not squeeze hard, the exercise does almost nothing. Plates held by the fingertips and pushed out in front of you is a poor front raise. Plates pinned together by genuine palm pressure is a chest contraction held under tension for the whole set.

That makes it unusual among chest exercises. Almost everything else loads the chest by moving a weight through space, so the resistance depends on the load and the leverage. Here the resistance is largely supplied by you, which is why the plates can be light and the exercise can still be hard.

The honest limitation is the ceiling. You cannot squeeze harder than your chest can squeeze, and there is no way to progressively load that the way you can add plates to a bar. The Svend press is a finisher, a warm-up and a way to feel the chest working. It is not a growth driver on its own, and treating it as one is the usual error.

Setting up and executing

Take two light plates, typically five or ten kilos each, and hold them flat together between your palms at chest height.

Stand tall with the feet about hip width apart and the abs braced. Press your palms into the plates hard enough that they stay pinned by pressure alone. If your fingers are hooked around the edges, you are holding rather than squeezing.

Set the shoulder blades down rather than letting the shoulders shrug forward.

Press the plates straight out in front of your chest until the arms are extended, keeping the inward pressure constant. Straight out, not upward.

Pause at full extension for a beat with the chest contracted, then draw the plates back towards your chest under control without releasing the squeeze.

Do not lean back and do not let the plates drift up.

The mistakes that cost you the most

Not squeezing hard enough is the fault that makes the whole exercise pointless. There is no external load doing the work here, so if the palms are not pressing hard into the plates, nothing much is happening. Squeeze as though you are trying to crush them.

Pressing upward turns it into a front raise. The plates drift towards eye level, the front delt takes over and the chest stops being the limiting factor. Press straight out from the sternum.

Leaning back is the compensation that appears once the shoulders tire. It loads the lower back and adds nothing. Stand tall.

Using too much weight is self-defeating in a way it is not on other exercises. Heavy plates cannot be squeezed properly, so they end up held rather than pinned, and the chest tension disappears. Two small plates squeezed hard beat one large plate held loosely.

And treating it as a main exercise is the programming error. It cannot be loaded enough to drive much growth. Use it after the pressing, not instead of it.

Sets, reps and rest by goal

Two or three sets of twelve to twenty with short rests, in every context. There is no meaningful low rep version.

For muscle gain, two to three sets of twelve to twenty with forty five seconds. For strength, two sets of twelve to fifteen, though this exercise contributes little to strength. In a fat loss phase, two to three sets of fifteen to twenty five with thirty seconds.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but the sets that count are hard ones, and the honest position is that a Svend press set is limited by how hard you can squeeze rather than by the load. Do not count these as though they were equivalent to a set of heavy pressing.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy to going to failure, which is largely academic here since failure on a Svend press means the plates slipping.

The best use is at the end of a chest session, when the chest is already fatigued and a couple of high rep squeeze sets add a different kind of stimulus cheaply. The second best use is as a warm-up, where it does a genuinely good job of waking the chest up before pressing.

Where it fits in your split

At the end of a chest or push session, or at the start as a warm-up.

On push, pull and legs it belongs on push day as a finisher. On a bro split it is the last exercise on chest day. On an upper and lower split it is optional in the accessory block.

On a full body programme it rarely earns its slot, because the time is better spent on compound work.

The realistic case for programming it is that it needs almost no equipment, takes two minutes, and gives you a strong chest contraction at the end of a session. It is also useful when a shoulder is unhappy, since the load is tiny and the position is comfortable.

The case against is that a cable fly or a pec deck does the same job with real load and better progression, and if you have access to either, they are the better use of the slot.

Variations worth knowing

The single plate version, with one plate held between the palms, is simpler to set up and just as effective provided you squeeze hard. Most people should use this.

The incline Svend press, done lying on an inclined bench, removes the balance element and biases the upper chest, which makes it slightly more useful than the standing version.

A plate pinch hold, squeezing at full extension without moving, is the pure isometric version and a reasonable finisher in its own right.

The dumbbell crush press is the loaded relative: two dumbbells pressed hard together while you bench press them. It supplies the same inward squeeze with actual weight moving, which makes it the better exercise if you have a bench.

The cable chest fly is the proper isolation alternative, with far better loading potential and a real progression path.

And the pec deck gives you the same shortened position squeeze under genuine load with back support.

What the evidence says

There is no substantial body of research on the Svend press specifically, and it would be dishonest to imply otherwise. What can be said rests on mechanics and on general training principles.

The squeeze is horizontal adduction, which is the pectoralis major's primary action, so pressing the palms together does contract the chest. That is not in dispute.

Saeterbakken and colleagues examined pressing variations in competitive athletes and found differences in strength and muscle activity across variations, supporting the general principle that how you load the chest changes the demand.

Vigotsky and colleagues caution against reading muscle activation amplitudes as evidence that one exercise builds more muscle than another, which is directly relevant here, since the case for the Svend press is often made on the basis of how much the chest feels activated.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy. The limitation is that a Svend press set is capped by how hard you can squeeze rather than by external load, which is why it belongs in the finisher category.

Common questions

Does the Svend press actually work?

It genuinely contracts the chest, because squeezing your palms together is exactly the motion the pectoralis major produces. What it cannot do is load that contraction heavily or progress over time, which is what drives growth. As a finisher or a warm-up it is fine. As a main chest exercise it is not enough.

How heavy should the plates be?

Light. Two plates of five or ten kilos each is typical. The limiting factor is how hard you can squeeze, not how much you can hold, and heavy plates end up gripped rather than pinned, which removes the chest tension entirely.

Why do I feel it in my shoulders?

Almost certainly because you are pressing upward rather than straight out. If the plates drift towards eye level the movement becomes a front raise and the front delt takes over. Keep the path horizontal from the sternum.

Is the dumbbell crush press better?

For building the chest, yes. It applies the same inward squeeze while pressing real weight from a bench, which gives you both the contraction and a load you can progress. The Svend press wins only on convenience, since it needs nothing but a plate and no bench.

Should I do this at all?

If your chest session already has a press and a fly, it is optional and adds little. If you want a two minute finisher, a warm-up that wakes the chest up before pressing, or something to do with minimal equipment, it is a reasonable choice. Do not expect it to build much on its own.
