Superman Push-Up

An explosive push-up where you leave the floor and extend the arms forward and legs back in mid air before landing. Impressive, demanding and largely a display move.

How to perform it

From a push-up position, lower and then push explosively enough to leave the floor, extending the arms forward and legs back before landing.

  1. Start in a push-up position with the hands under the shoulders.
  2. Brace the abs and squeeze the glutes so the body is one line.
  3. Lower your chest to the floor under control.
  4. Push explosively so the hands and feet leave the ground.
  5. In the air, reach the arms forward and the legs back.
  6. Bring the hands back under the shoulders immediately.
  7. Land on the hands with the elbows bent to absorb the impact.
  8. Let the chest lower under control rather than crashing.
  9. Reset your line before the next rep.
  10. Stop the set as soon as the landings stop being controlled.

Common mistakes

Attempting it too early

Without a solid clap push-up you will not generate enough height, and the landing becomes the problem.

Landing with straight arms

Locked elbows on landing send the impact into the joints. Land bent and absorb.

Piking the hips

Folding at the waist to get airborne is cheating and puts you in a poor landing position.

Extending too slowly

You have a fraction of a second in the air. A slow reach means the hands are not back in time.

Grinding out fatigued reps

Explosive work degrades fast. When the height drops, the set is over.

What superman push-ups actually train

A superman push-up is an explosive push-up in which you push hard enough to leave the floor entirely, extend the arms forward and the legs back in mid air, then return the hands under the shoulders and land.

The pectoralis major, anterior deltoid and triceps produce the push. The abs and glutes hold the body rigid, and they work particularly hard during the airborne phase and the landing.

It belongs to the plyometric family. Plyometric training uses rapid force production to develop rate of force development, which is how quickly you can produce force rather than how much you can produce in total. That is a genuine quality and it responds to training.

What is worth being honest about is that the superman variant does not train that quality any better than simpler plyometric push-ups do. A clap push-up requires the same explosive push. The superman adds a full body extension in mid air, which requires more height and therefore more force, but mostly it adds difficulty of timing and coordination rather than difficulty of force production.

So the accurate description is that this is a display move built on a legitimate foundation. It looks remarkable, it demands real power and body control, and it is not the most efficient way to build any physical quality.

If your goal is a bigger chest, weighted push-ups and pressing are better. If your goal is upper body power, clap push-ups get you nearly all of it with far less landing risk. If your goal is to do a superman push-up, then this is the exercise, and there is nothing wrong with that being the goal.

Setting up and executing

Start in a push-up position with the hands under the shoulders. Brace the abs and squeeze the glutes so the body is one line.

Lower your chest to the floor under control. Do not bounce.

Push explosively so both the hands and feet leave the ground. This is a push through the floor rather than an upward jump.

In the air, reach the arms forward and the legs back, then bring the hands back under the shoulders immediately. The whole extension and return happens in a fraction of a second.

Land on the hands with the elbows bent to absorb the impact, letting the chest lower under control rather than crashing.

Reset your line before the next rep, and end the set the moment the landings stop being controlled.

Train it on a surface with some give. Concrete is a poor choice.

The mistakes that cost you the most

Attempting it too early is the mistake that matters. If you cannot do a controlled clap push-up you cannot generate the height this needs, and the shortfall shows up as a hard landing on your face or your wrists. Build the progression properly.

Landing with straight arms sends the impact through locked elbows and into the shoulder. Land with the elbows bent and absorb it, the same way you would land a jump with bent knees.

Piking the hips is the standard cheat for getting airborne. It gets your feet off the floor without producing real upper body power and leaves you in a bad position to land.

Extending too slowly means the hands are not back under the shoulders when the floor arrives, which is the single most consequential timing error in the movement.

And grinding out fatigued reps is pointless here. Explosive output degrades quickly, and a plyometric set continued past the point where height drops trains nothing while raising the risk of a bad landing. When the reps get lower, stop.

Sets, reps and rest by goal

Low reps and long rest, regardless of goal.

For muscle gain, three sets of three to six with two minutes. For strength or power, three sets of three to five with two minutes. In a fat loss phase, three sets of three to six with ninety seconds, though there are far better conditioning tools.

The rep ranges are low because the quality being trained is power output, and power falls off within a handful of reps. A set of fifteen superman push-ups is not a superman push-up set, it is a series of increasingly dangerous landings.

Rest fully between sets. The point is that every rep is explosive, and that requires recovery.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, but that relationship assumes sets taken near failure with meaningful load. Plyometric sets stopped well short for quality reasons do not contribute much to that count, so if size is your goal, do not treat these as your chest volume.

Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which here reinforces stopping early: there is no benefit to pushing a power set into fatigue.

Place them early in the session, when you are fresh.

Where it fits in your split

Early in a push or upper session, before fatigue accumulates.

On push, pull and legs they open push day. On a bro split they start chest day. On an upper and lower split they are explosive work at the beginning of the upper session. On a full body programme they are fine as a power movement if you already have the base.

The general rule for plyometrics is that they come first. They require full nervous system freshness and precise control, and both disappear as a session progresses. Doing them after heavy pressing is how bad landings happen.

They are not a substitute for chest volume. Do them as a power movement, then do your actual pressing work.

Once a week is enough. Twice at most, and only if landings remain sharp.

Variations worth knowing

Clap push-ups are the direct prerequisite and require the same explosive push with far less air time. Most people should stop here, because they deliver almost all of the training benefit with much less landing risk.

Explosive push-ups, where the hands simply leave the floor with no added movement, are the first step in the progression and the place to start.

Plyo push-ups onto a box reduce the drop distance and the landing impact, which makes them a sensible way to train the push without the punishment.

Standard push-ups are the strength base everything else rests on, and anyone who cannot do twenty clean ones has no business attempting this.

Weighted push-ups are the more productive route if size and strength rather than power are the goal.

And the superman hold is the unrelated static back extension that shares the name, which causes regular confusion.

What the evidence says

Research on plyometric training shows it improves rate of force development and power output, which is the legitimate physical quality this exercise family trains.

Studies on trunk muscle activity in push-up variations show that unstable and dynamic versions substantially increase demand on the abs and the muscles stabilising the trunk, which explains the significant midsection component here.

Research on muscle activity across pressing variations shows push-up variants produce chest and triceps activity comparable to bench pressing at matched relative loads, which supports push-ups generally as chest training even though the explosive versions are not the way to accumulate that volume.

Roig and colleagues found eccentric training produced greater strength gains than concentric, which is relevant to the landing phase, where the muscles absorb force. It is also why landings should be absorbed rather than jarred.

Schoenfeld and colleagues on volume and Refalo and colleagues on proximity to failure supply the programming logic, which here mostly argues for stopping early.

Common questions

What do I need to be able to do before trying this?

At minimum, twenty clean standard push-ups and a controlled clap push-up with real air time. The clap push-up is the honest test, because if your hands only just leave the floor you will not have the height to extend and return before landing.

Is it actually good for building a chest?

Not particularly. The reps are too few and the loading too low to accumulate much hypertrophy stimulus. It trains power and body control, which are worth training, but if a bigger chest is the goal, weighted push-ups and pressing do that job far better.

How do I land safely?

With the hands back under the shoulders and the elbows bent, absorbing the impact the way you would absorb a jump landing with your knees. Train on a surface with some give, and stop the set the moment a landing feels rushed.

Why not just do clap push-ups?

That is a reasonable position. Clap push-ups train the same explosive push with far less air time required and far less that can go wrong. The superman version adds coordination and spectacle rather than a distinct training effect. Do it if you want to be able to do it.

How often should I do them?

Once a week, three to five reps a set, early in the session when you are fresh. Plyometric work does not need or reward high frequency, and the quality of each rep matters far more than the number of them.
