How to perform it
Lying face down, raise the arms and legs off the floor at the same time and hold the extended position for time.
- Lie face down on a mat with the arms extended overhead.
- Rest the forehead lightly on the floor with the neck neutral.
- Squeeze the glutes before anything leaves the ground.
- Raise both arms and both legs at the same time.
- Lift to a moderate height rather than to the maximum.

Common mistakes
Craning the neck
Looking forward extends the neck hard and adds nothing. Keep the gaze on the floor.
Lifting as high as possible
Maximum extension is uncomfortable and no more effective. A moderate height held longer is better.
Forgetting the glutes
Without glute involvement the lower back does all of it. Squeeze before you lift.
Holding the breath
A held breath shortens the hold considerably. Breathe shallowly and steadily.
Expecting it to fix a sore back
It is an endurance exercise for the extensors, not a treatment. Treat the claims about it with suspicion.

What the Superman hold actually trains
A Superman hold is a prone isometric exercise in which you lie face down and raise both arms and both legs off the floor at once, holding the extended position for time.
The erector spinae group along the spine does the majority of the work, holding your torso in extension against gravity. The glutes and hamstrings raise and hold the legs. The multifidus and quadratus lumborum contribute to segmental control, and the rear deltoids and mid traps hold the arms up.
Note what is not on that list. Your abdominals are barely involved. This is an extension exercise, and it sits opposite the crunches and leg raises that make up most people's core training rather than alongside them. Filing it under abdominal work is a category error that leads people to expect the wrong things from it.
The honest assessment is that this is a low intensity endurance exercise for the spinal extensors. That has some value, particularly for people who do very little posterior chain work, and it has the practical advantage of requiring nothing at all.
It also has a ceiling that arrives quickly. There is very little load, the range is essentially zero, and the only progression available is holding for longer, which stops being a meaningful stimulus fairly soon. If your lower back is a genuine training priority, back extensions, reverse hyperextensions and Romanian deadlifts will do far more.
One more thing worth saying. The Superman hold is frequently sold as a fix for lower back pain. The evidence for core exercise preventing or resolving back pain is much weaker than the confident marketing suggests, and no single exercise deserves that billing. Do it because it trains your extensors, not because you have been told it will protect you.
Setting up and executing
Lie face down on a mat with the arms extended overhead and the forehead resting lightly on the floor.
Squeeze the glutes before anything moves. That single step is what stops the lower back doing all of it alone.
Raise both arms and both legs together to a moderate height. Not as high as you can; high enough that your hands and feet are clearly off the floor and you can hold the position.
Keep the legs straight, the toes pointed back and the gaze on the floor so the neck stays neutral.
Hold for twenty to sixty seconds, breathing steadily rather than clamping down.
Lower everything together under control, rest, and repeat.
The mistakes that cost you the most
Craning the neck is the most common and the least necessary. Lifting the chin to look forward puts your cervical spine into hard extension for the entire hold, which contributes nothing to the exercise and often leaves your neck aching afterwards. Look at the floor.
Lifting as high as possible is a misunderstanding of the goal. Maximum extension is uncomfortable, adds no training benefit and shortens how long you can hold. A moderate height held for forty seconds beats a maximal one held for eight.
Forgetting the glutes leaves the lower back to do everything. Glute contraction extends the hips, which is a large part of raising the legs, and starting the hold with a hard squeeze changes how the position feels immediately.
Holding the breath cuts the hold short. Breathe shallowly and steadily. If you cannot, you are lifting too high.
Expecting it to fix a sore back is the mistake that matters most, because it leads people to keep doing something ineffective while ignoring the loaded posterior chain work that would actually build something.
Sets, reps and rest by goal
This is timed work rather than rep work.
For muscle gain, three holds of thirty to forty five seconds with forty five seconds rest. For strength, three holds of twenty to thirty seconds with a minute, ideally holding a light plate. In a fat loss phase, three holds of thirty to sixty seconds with thirty seconds rest.
Progress by adding time first, up to about a minute. Past that, longer holds are training patience rather than muscle.
The next step is load, and there is only one practical way to add it: hold a small plate in your hands. Five kilos changes the exercise considerably.
Once even that is easy, move on. A back extension with a plate against the chest offers a proper range and unlimited progression, and there is no reason to keep grinding out longer holds when a better tool is available.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, and the difficulty with isometric bodyweight holds is that the sets stop being hard.
Refalo and colleagues found stopping short of failure produces comparable growth to training to failure, which in an isometric context means you do not need to hold until you collapse. Stopping when the position starts to sag is enough.
Where it fits in your split
At the end of a session, two or three times a week, taking about ninety seconds in total.
On push, pull and legs it fits at the end of pull day with the rest of the posterior work. On an upper duo it is a finisher for the shoulders and back session. On a bro split it belongs at the end of back day, or on abs day for balance. On an upper and lower split it sits in the lower session after the hinging. On a full body programme it is a cheap addition that needs no equipment.
The strongest case for it is as a counterweight. If your core work is all crunches, leg raises and planks, your extensors are getting nothing, and thirty seconds of this restores some balance for almost no cost.
The weakest case is as a substitute for loaded posterior chain training. If you deadlift, do Romanian deadlifts or use a back extension bench, your extensors are already being trained far harder than this can manage, and the Superman hold becomes optional at best.
Beginners and people training at home get the most out of it. Everyone else should treat it as a warm up or a filler.
Variations worth knowing
The alternating superman raises one arm and the opposite leg at a time, which reduces the overall demand and adds a small anti-rotation element, making it a sensible starting point.
The weighted superman, with a light plate held in the hands, is the only practical way to progress the movement once holds pass a minute.
The swim version sweeps the arms back and forward during the hold, which adds shoulder and mid back work.
The back extension performs the same job on a bench, through an actual range of motion, and can be loaded with a plate or a barbell. For building the extensors it is simply the better exercise.
The reverse hyperextension moves the legs instead of the torso, loading the extensors and glutes from the other end, and is popular for good reason where the equipment exists.
And the bird dog runs a similar limb pattern on all fours, trading extension endurance for anti-rotation control.
What the evidence says
McGill has argued that spinal extensor endurance matters more than maximal extensor strength for everyday trunk function, which is the clearest rationale for training this position for time rather than for load.
Cholewicki and colleagues measured lumbar spine loads during the lifting of extremely heavy weights and showed how substantial the demands on the extensors become under load, which puts an unloaded prone hold in perspective as a very light stimulus.
Escamilla and colleagues compared commercial and common abdominal exercises with electromyography and found wide differences in which trunk muscles each movement recruits, supporting the point that a prone extension hold and a crunch are not interchangeable.
A second study by Escamilla and colleagues on core muscle activation across abdominal exercises reinforced that trunk exercise selection determines the muscles trained far more than effort does.
Vigotsky and colleagues cautioned that electromyography amplitude does not directly predict hypertrophy, which is worth remembering before ranking trunk exercises by activation figures alone.
Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the reason an exercise that cannot be made progressively harder has a limited ceiling.
Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, so holds do not need to end in collapse to be useful.
Common questions
Does this train my abs?
Not really. It trains the spinal extensors, the glutes and the hamstrings, which are the muscles on the opposite side of your trunk from your abdominals. It complements abdominal work rather than replacing any part of it.
How long should I hold it?
Twenty to sixty seconds, three times. If you can comfortably exceed a minute, add a light plate in your hands or move to a loaded back extension instead of simply holding for longer.
Will it help my lower back pain?
Possibly, and possibly not. The evidence for core exercise preventing or resolving back pain is a good deal weaker than the way it is usually presented. Gentle extension work is reasonable to try, but it is not a treatment and should not be sold as one.
Is it as good as a back extension?
No. A back extension moves through a real range, can be loaded with a plate or a bar, and progresses indefinitely. The Superman hold's only advantages are that it needs no equipment and no setup, which are genuine advantages if you train at home.
Should I lift as high as I can?
No. Maximum extension is uncomfortable, no more effective, and it shortens the hold. Lift to a moderate height, squeeze the glutes, keep the neck neutral and hold the position for longer.
