How to perform it

On straight arms, hold your body horizontal off the floor with the legs spread wide in a straddle.

  1. Warm the wrists, elbows and shoulders thoroughly.
  2. Set parallettes or place the hands flat with fingers forward.
  3. Start from a tuck planche you can already hold.
  4. Lean the shoulders forward well past the hands.
  5. Protract the shoulder blades and push the floor away.
  6. Depress the shoulders so the neck stays long.
  7. Extend the legs outwards into a wide straddle.
  8. Squeeze the glutes and quadriceps to hold the line.
  9. Hold for a set count with the hips level.
  10. Return to the tuck under control rather than dropping.

Common mistakes

Not enough lean

Without the shoulders travelling past the hands the balance never arrives and the hold is impossible.

Piking at the hips

Letting the hips rise turns it into a straddle handstand press position rather than a planche.

Narrow straddle too early

A wide straddle is much easier. Narrowing it is the progression, so do not rush it.

Ignoring the wrists

The wrist takes an extreme extended position under load. Warm up and use parallettes if it complains.

Treating it as core training

It is a straight arm strength skill. The abdominal work is incidental and the volume is tiny.

What the straddle planche actually trains

A straddle planche is a straight arm isometric hold in which you support your whole body horizontally off the floor with the legs spread wide, balancing on the hands with the shoulders leaning forward past them.

The muscles holding you there are mostly not the ones people expect. The anterior deltoid and the pectoralis major hold the shoulder against an enormous flexion moment. The serratus anterior protracts the shoulder blades and is arguably the defining muscle of the position. The biceps and the elbow joint absorb a great deal of tension because the arm is straight, and the forearm flexors and wrist extensors work hard just to keep you balanced on your hands.

The trunk does work. The rectus abdominis and the obliques hold the pelvis so the hips neither pike up nor sag down, and the glutes and quadriceps keep the legs level.

But be clear about what limits this. The limiter is leverage, practice and connective tissue tolerance, not abdominal size. Nobody is stuck at the straddle because their abs are too small. They are stuck because the shoulder and the elbow have not yet built the tolerance to hold a long horizontal lever on straight arms, and because the balance point takes months of practice to find.

It is also a poor way to accumulate training volume. Holds last seconds, the load cannot be adjusted except by changing leverage, and a full session of planche work might total ninety seconds under tension. If you want a bigger chest, shoulders or abdominal wall, that is not what this delivers.

Train it because the skill appeals. That is reason enough. Just build your actual training around something else.

Setting up and executing

Warm the wrists, elbows and shoulders properly. This is the position where cold connective tissue causes problems.

Set parallettes, or place the hands flat with the fingers pointing forwards, a little outside hip width.

Start from a tuck planche you can already hold comfortably. If you cannot, this progression is not yet yours.

Lean the shoulders forward well past the hands. The lean creates the balance, and almost everybody underdoes it.

Protract the shoulder blades and push the floor away hard, while keeping the shoulders depressed so the neck stays long.

Extend the legs outwards into a wide straddle, squeeze the glutes and quadriceps, and hold with the hips level.

Return to the tuck under control rather than collapsing onto the floor.

The mistakes that cost you the most

Not enough lean is the mistake that makes the position feel impossible. A planche is a balance problem before it is a strength problem, and if the shoulders stay above the hands, no amount of strength will get your feet off the floor. Lean until it feels like you are about to fall forward, then lean a little more.

Piking at the hips is the honest cheat. Letting the hips rise shortens the lever and looks close enough in a photograph, but it is a different position and it does not progress towards a full planche. Hips level with the shoulders.

Narrowing the straddle too early costs you months. A wide straddle is dramatically easier than a narrow one, and narrowing it is the progression. Widen when the hold degrades rather than gritting through a position you cannot hold.

Ignoring the wrists is the most preventable problem. The wrist sits in extreme extension under a large load, and parallettes remove most of that. Ludewig and Reynolds reviewed how scapular position relates to shoulder problems, and the equivalent principle applies at the wrist: position under load is what determines tolerance.

Treating it as core training is the last one. The abdominal involvement is real and incidental, the volume is small, and something loaded will build the muscle far more efficiently.

Sets, reps and rest by goal

Short holds, many sets, long rests, and endless patience.

In a hypertrophy phase, five sets of five to twelve seconds in the hardest position you can hold cleanly, with two minutes rest. For strength and skill, six sets of three to eight seconds in a harder position with three minutes. In a fat loss phase, four sets of eight to fifteen seconds with ninety seconds rest, keeping the total conservative because recovery capacity is reduced.

Progress by narrowing the straddle, never by extending the hold. A twenty second wide straddle is worth less than a five second narrow one.

Rest fully between sets. Skill work performed on fatigued shoulders teaches you the wrong shape and loads the elbows in a position you cannot control.

Frequency of two or three short sessions a week works better than one long one, because the adaptations you are chasing are partly neural and partly tissue tolerance, and both prefer frequent small doses.

Schoenfeld and colleagues found a dose response between weekly hard sets and hypertrophy, which is the clearest explanation of why a planche programme will not build muscle at any useful rate.

Refalo and colleagues found that stopping short of failure produces comparable growth to training to failure, which supports coming down while the shape is still intact.

Where it fits in your split

First in the session, always, before anything that fatigues the shoulders, chest or triceps.

On push, pull and legs it opens push day. On a two day upper split it goes at the very start of the chest and arms session. On a bro split it precedes the main work on chest or shoulder day. On an upper and lower split it belongs at the front of an upper session. On a bodyweight programme it is the headline skill of push day.

Never at the end. A planche attempted on tired shoulders is a planche attempted with bent arms and a piked hip, and repeating that pattern makes it harder to unlearn later.

The other scheduling point is that this competes with heavy pressing for the same recovery. If you are chasing a straddle planche seriously, expect your bench press to progress slowly during that block, and accept the trade rather than trying to do both maximally.

Two or three sessions a week, ten minutes each, is the honest dose.

Variations worth knowing

The tuck planche, with the knees pulled to the chest, is where everybody starts and where most people spend the longest.

The advanced tuck planche opens the hips to a flat back with the knees still at ninety degrees, and is the real gateway to the straddle.

The one leg straddle, with a single leg extended, offers an asymmetric halfway step for people who plateau between positions.

The full planche, legs together and straight, is the end point, and it is a multiple year project for most people who reach it at all.

The planche lean is a push-up position with an extreme forward lean, and it is the most useful accessory for building the specific shoulder strength involved.

And the pseudo planche push-up adds movement to that lean, which builds the same qualities dynamically and is far easier to programme.

What the evidence says

Ludewig and Reynolds reviewed the association between scapular kinematics and shoulder pathology, which supports the emphasis on active protraction and depression rather than sinking into the shoulders during the hold.

Kolber and colleagues reviewed shoulder injuries attributed to resistance training and identified loaded end range positions as worth approaching with care, which describes what a planche asks of the shoulder precisely.

McGill argued for training the trunk to resist movement rather than to produce it repeatedly, and the planche is a pure anti-movement demand, even if it is an inefficient one.

Escamilla and colleagues compared Swiss ball and traditional abdominal exercises and found that positions demanding greater whole body control raised abdominal involvement, which is consistent with the trunk demand of an unstable straight arm support.

Cholewicki and colleagues measured lumbar loads during heavy lifting and showed how the trunk musculature must stiffen the spine to keep it in position, which is the mechanism that stops the hips sagging here.

Schoenfeld and colleagues found a dose response between weekly hard sets and muscle growth, which is why a few seconds of holding is a weak hypertrophy stimulus regardless of how hard it feels.

Refalo and colleagues found stopping short of failure produces comparable hypertrophy to training to failure, supporting ending each hold before the position collapses.

Common questions

Is the straddle planche a core exercise?

Only incidentally. The trunk holds the line, but what limits you is shoulder and elbow tolerance plus the balance skill. It will not build your abdominal wall in any meaningful way, and the total volume is far too small to try.

How wide should the straddle be?

As wide as you can comfortably get. A wide straddle is far easier than a narrow one, and narrowing it is your progression over months. If the hold is degrading, widen rather than fight it.

Why can I hold a tuck but not a straddle?

Because the straddle is a much longer lever, often several times harder. The gap between the two is usually months of work, and the advanced tuck plus the one leg variation exist precisely to bridge it.

My wrists hurt. What do I do?

Use parallettes, which keep the wrist much closer to neutral, and warm the wrists thoroughly before every session. If it persists, reduce the frequency and spend a block on planche leans instead.

How does this compare with the back lever?

Both are straight arm leverage skills with a trunk component, but they load opposite sides. The planche loads shoulder flexion, the chest and the serratus; the back lever loads shoulder extension and the lats. Neither is abdominal training and both reward patience over volume.
